A couple of wins in small local races. 

I have always been an active person and need to do something physical everyday or I don't feel right.

Was planning to recover today but felt restless. Ran at 3pm, low 90s, great way to sweat.

5.5 mile loop, a nice uphill at mile 3. Total time of 39:40.

Thanks for the post. My lack of overall fitness was what made that race so brutal. Looks like we have the same goal as far as getting faster, then getting back to the marathon.

Rode stationary bike for 60 minutes.  Did 4 x 2:30 intervals during the ride.

Afterwards, did 3 rounds of 5 minute MMA / Boxing training using the Perfect Punch.

Good shoulder and arm workout, highly recommended cross training.

I didn't. Knock on wood, I'm trying to slowly increase my mileage.

Right now I'm following a plan that calls for lots of cross training. I prefer the bike to the eliptical.

Next time you're in the bubble, we'll have to meet for a jog. The only rule is that everything we say has to be a movie line. You dig?

Used the up as a decent hill run and the downhill as a threshold run.

Lost focus a couple of times on the tempo run down, let the pace slow too much. Feel like I could have knocked off another 30-45 seconds.  Did better on the last mile.  It's the flattest of the four and I was able to manage a 5:18 mile.  FOCUS!!!

Finished with a 2 mile cooldown in 15 minutes.

haha. i am never helpful with directions -- i usually just say "sorry i really don't know" (because it's true). if i really do know and try to describe it, i just confuse everyone involved (including myself).

Ran 5 miles in 34:38, 6:56 average.  Felt comfortable.

Grabbed 16 lb. weight vest at home and went out for trial jog. Added another 2 miles with vest in 15:26, 7:43 average. 

Don't know if I'll use this vest for jogging again.  I had to hold it while I jogged to keep it from bouncing too much, wish I could tighten it more somehow.

I'm 6 feet flat and fluctuate within 4-5 pounds of 160. I probably look pretty fat next to some of the more dedicated runners.

Lower right leg on inside of shin has been achy since my run on Saturday. It's a pain that comes for a couple of minutes every hour or so then goes away.  I may need to cut down on my mileage, didn't hurt too much on my run today.

Did a 6 mile loop this morning.  Wanted to throw in a couple quicker miles at a pace I felt sustainable for a 5k.

Did a one mile warm up then a hard mile in 5:29 with a net uphill of about 75 feet. 

 Followed that with two easy miles then a hard mile in 5:15, this one with a downhill of about 90 feet. Finished with a mile cooldown.

 

Total time 41:39, 6:56 average.

Woke up at 5:45 and jogged two miles to see how I was feeling. I had some stomach issues yesterday but really wanted to run a 5k to see where my fitness is.  Luckily, I was feeling good so I headed to downtown SLC. 

I arrived at about 6:50 which was way too early.   After getting my bib and my bag of goodies, I basically stood around and waited.  My mom and Jing both came to check out the festival and watch me run.  It was nice to have them there, I'm no good at pinning the bib on so my talented mom took care of that for me.

The race started at 7:30 and there were about 150 people there.  A couple of guys looked like they were fast, they were from Oregon and told me that the altitude here was killing them.  There were a few high school kids, some xc runners but others in wife beaters and full length shorts. 

The course started on 300 South and 300 West.  From there, we headed to 200 South and over to 200 West, then due north up past 700 North .There was a water station and a turn around.  My first out and back course.  I had planned to go out at 5:30 pace and see how I felt.

The gun went off and I was immedidately at the front with a couple of high schoolers.  I was on pace (checked my garmin at .25) but after running under the tunnel on 200 West, my garmin was worthless.  I just ran by feel.  Hit the mile in 5:28(people at the mile markers shouting out the time), there was only one kid within 100 yards of me at this point.  I held steady but was surprised when I hit the 2 mile in 10:40, it felt short but I had no way of knowing. By now, I couldn't see anyone behind me and relaxed a little. Lots of friendly runners encouraged me to keep it up. The out and back course is good for providing motivation. 

When I hit the tunnel, I surged and picked it back up to the finish.  I was happy with my time, about where I thought I was.  Hopefully it was a legit course or pretty close. I throw in quarter mile pick ups in lots of my runs and usually average 80 seconds for those so the time made sense to me.  I'm working to get under 16 minutes and think that more track work and threshold workouts will be key in helping me get there.

All in all, it was a fun course and a great day to run.  Did a 3.15 mile cooldown.

Woke up and left without hydrating. Dumb.  By mile 4 I was longing for a drink.

Around 6.5 miles, I saw the stash another runner had placed at the base of a tree.  A couple of gatorades and waters, the orange gatorade called out to me.  I debated taking her, telling myself that I would return one to the site immediately after I finished. Ultimately, I decided against it.  The runners might arrive before I could return it and the idea of going to buy an orange gatorade and drive it to the site sounded like a lot of work.

Great morning at the Highland track.

Warmed up 1.9 miles around Sugarhouse and headed over to the OktoberFAST 5k. The race started a couple of minutes after 9.  It was fun to meet and chat with several fellow bloggers.  They're even cooler and  nicer in person than they are on the blog. 

I had never run a 5k on the track prior to this so I wasn't sure exactly how I'd do but I realized when I arrived that I didn't have my watch so I'd just run by feel and not worry too much about keeping a certain pace.

I started with Chad Robinson, he was nice enough to tell me 400m splits for the first 1600m.   We went 78, 85, 85, 88 if I remember correctly.  The first 3 were fine by me but I felt like I'd kick myself later in the day for not giving a better effort if I kept the pace at 88 seconds per 400m. 

I picked it back up again and was running by myself. I had no idea what my splits were but was feeling pretty good. I got lapped by Jake somewhere around lap 7 which was actually motivating. 

I caught up to AdamRW who started very aggressive but was having a harder time closing the distance on Andrea.  She's one tough chick!  I was slowly gaining ground on her but didn't actually reach her until about 350 meters to go, I finished fairly strong and was lucky to hold her off.  All in all I was pretty satisfied, I may have saved too much for the end but it's tough to know.  More races and trackwork will give me a better idea of race strategy and my strengths and weaknesses. 

Post race pictures and chocolate milk.  I felt like I should have paid some sort of entry fee.  I also got a nice bright orange Saucony bag.  Thanks Jake and Andrea! Also, thanks to Allie for being the photographer. It was a great workout for me and fun to meet you all.

I’ve read your blog from the beginning of September up until today. Two decent races in there and you showed some real character when you didn’t succumb to Gatorade temptation. You seem to be ticking along nicely and mixing the training up with the bike and martial arts will help combat injuries. Not sure what injury problems have plagued you and how that impacts on your training (running) load. Has the track season finished in the States? If so, will you now start to build the miles?

Thanks Bam. I have had minor knee pain in the past but riding the bike and doing some other cross training has seemed to solve that issue. Hopefully. I enjoy watching fights and have trained little in kickboxing and jiujitsu, it's a great workout and practical.

Track season has pretty much come to an end here. My plan is to put in as many miles on the road and bike as I can over the next few months to have a good base for Spring. I think next year I can dip into the 15s for a 5k if I stay focused and healthy.

I'd appreciate your input, you seem very knowledgeable about training and your 33 minute 10k shows that you know how to get a lot out of your running. Good luck with the weight loss, running and keeping the booze and cigarettes to a minimum. I look forward to seeing your more serious running at 142 pounds.

Acorn, as promised, some ideas about breaking 16 mins and heading towards 15 mins for 5k. Glad to see you intend cranking up the miles. I’d suggest that when you’re comfortable with the miles, pick three days in 7/8/9 (whichever suits you best) to put in a medium session (LT) and two hard sessions (1.VO2 max hill session – 6x2mins with jog back recovery and a slightly faster than 10k rep session - 5x2km with 1 min jog rec). These sessions will give you the strength to cope with the necessary multi-pace training in the spring. The 10k rep session sounds harder than it actually is and it’s great for the confidence. In between these sessions, I’d suggest pootling (recovery) miles as you see fit, and of course, a long run 13/14 miles. These sessions work. You may want to google Frank Horwill and check out his ideas. His training can be brutal and he isn’t a fan of junk miles. His multi-pace training is excellent and generally, you improve every 10-12 days, quite substantially; you’ve just got to make sure you get the balance between hard and easy right – take extra recovery days if needed. Hope this helps.

Got a new pair of shoes and was excited to go for a stroll. K-Swiss Kwicky Blade Light.  They are very comfortable.

Hard to beat 65 degrees and sunny with a slight breeze.

Did two .5 mile efforts in the last half of the run with a mile in between each.

Another 40+ week and with a day off - well done. Okay, I'm going to be a tad controversial and I know most people will disagree with me, but here goes: I think you need to think carefully about the pace of your runs and what purpose they're serving. I'd like to see you staying a good touch under 7:0 pace and only dropping below 7:0 pace for recovery runs. I'd also like to see you running longer at threshold pace when you do. And then, when you get into the BIG-BOY stuff -VO2 Max- I'd like to see more structure. I say this because I believe you have the potential to be a handy 5K-10k runner, and by that I mean better than the goals you've set yourself. Don't waste your talent, you'll regret it later in life - I speak from experience. Here endeth the lecture. Well done again on cracking 40+ for the second week running.

I have a few running books and sometimes feel overwhelmed by all the different philosophies and approaches.

I have never been a "high" mileage guy, not even close and I do spend most of my runs under the 7:00 min mark. I feel like I've gotten a decent return out of my training but realize that I have much improving to do.

I plan on following your lead and spending some time analyzing my training and what I'm trying to get out of it. That will include creating more specific goals and planning workouts that will be beneficial to 5K and 10K distances.

Excellent effort, today. Good pacing. I training at a base pace between 7:00 and 7:15 last fall, but in optimal running conditions, I was able to run a 6:40 pace at the Little Rock Marathon in March.

I think you're heading in the right direction with the increased mileage, building everything off your long-runs, but maintaining your speed with shorter runs during the week.

You won't need 5 years to qualify for Boston if you stay committed and focused.

Took a page out of Chad Robinson's book and went for a late night run.

Since I don't trust drivers to see me at night, I went to the Cottonwood High track and did a 5 mile tempo.

Warmed up with 5 laps, 2K at about 7:00 min pace.

Went straight into 20 lap tempo, 8K.

1600 meter splits were:

1- 6:06

2- 6:00

3- 5:51

4- 5:41

5- 5:37

Total time 29:15, 5:51 average

It was dark so I didn't know my pace as I ran, I just hit the lap button every 400 meters. Run was more of a progression than I had guessed.

Cooled down with another 5 laps and added 70 meters just to make it 7.5 miles for the night.

ACorn, I do love the non-timed, natural progression of mile intervals. Very Quenton Cassidy of you. Take the following quote, for example:

"Although overdistance laid the foundation, intervals made the runner mean. Quenton Cassidy liked them. Others preferred bamboo splinters under their nails. Cassidy figured that a natural affinity for interval work was the difference between those who liked to race and those who liked to train. And there is a difference. Got an early start today. 

Did 5.1 miles just under 7 min pace.

Finished with a course just under 2.4 miles (12:50) back home.  This is a good course with a solid hill about halfway through and a downhill finish. The net uphill and downhill nullify each other.  I'm going to run this hard every couple of weeks to track progress.

My little bro is in town and did a crossfit workout with me after the run.  Lots of squats and some hard bike intervals.

Relaxed miles today.  Treated my lower legs to an ice bucket.  I've been slowly transitioning from super cushioned shoes with built up heels to more minimalist shoes.  I can tell my calves are working more.

Smart move on the ice bucket. Alternating pairs of shoes for a while (keeping the cushioned ones in the rotation) will help the transition.

That would be great. I think we are going to head north first this time (4 miles out / 4 miles back), then head south for the remainder of the run. That way we'll be able to keep the group together for the majority of the run and people won't have to turn around around too early. Should be a nice run.

Legs feel pretty good after yesterday's long run.  Still kept it short and sweet.

Did 2 x .25 during the run and a .75 pickup.  All at 5 min pace.  Felt decent though the .75 was a challenge to maintain the pace.

Lunchtime run.  Did a little workout.

4 miles at 6:30 average pace, then went straight into 4 x .25 with .25 recovery between each.

Average .25 repeat was 72 seconds. Recovery averaged 1:50 per .25.

Need to work on turnover and running more relaxed.  Next time I will cut recovery time down to 1 min between repeats.

Given that you have more speed than me, I'm not in a position to give you advice on speedwork...with one caveat. When you are ready to focus on longer distance races--halfs and fulls--I would drop the 400s and incorporate 800m - 2K intervals at or just below 5K pace. This will NOT maximize gains in the area of speed, but longer intervals should provide more benefits with respect to your VO2max, and your overall ability to hold a fast pace on tired legs. You don't want to go much faster than 5K pace (or just below) because you'll want to minimize the amount of time it takes to recover for more important tempo, race pace, and long runs during the week.

Now, you'll need to know your current 5K pace, so find a flat course before you ramp up half or full marathon training, and use it as a self-assessment of sorts.

Based on your blog, it's clear you already incorporate 1600m repeats into your training, so knocking out longer intervals at 5K pace will feel comfortable--like you're holding back. That's a good thing.

Of course, you can always do striders on easy days or recovery days, regardless of your target race or pace, to work on turnover.

Adam - just a few thoughts off the top of my head...

Totally agree w/ Wesley that longer reps reap the huge benefits... but that being said, I think there is always room in training for 200s, 300s, and 400s. I've been doing that kind of stuff consistently throughout this entire marathon buildup. 200s @ 1500m/3K pace have been a standard for me over the last 6-7 months. I think of it as neuromuscular training as much as anything else. Running shorter reps fast and relaxed will help you even in longer distances. They improve your form and thus efficiency, in my opinion. At altitude you just need to give yourself a little extra recovery. They can easily be a supplemental workout that doesn't tax you too much, but improving your top end speed will make you faster throughout the whole spectrum as you move up in distances.

Pyramids are nice b/c you ease into the longer reps, and then are nice and warmed up by the time you start stepping them back down.

200s are my preference b/c they just seem easy to recover from. Its almost like a "bonus" workout that you can mix in.

And I think the main thing is just to keep the big picture in mind... no need to be going all-out on intervals throughout the winter unless you are planning on racing indoors! Stay healthy, stay consistent... your times will really drop.

Great afternoon weather.  Feeling pretty good.  Got honked at twice by cars I didn't recognize, don't know if that's good or bad.

Pondered lots on my jog today.  I'm not looking forward to future treadmill runs.  I'm thinking I will ride my bike on the kinetic trainer I have quite a bit this winter.  Maybe start swimming too, I'm a horrible swimmer.  A triathlon may be in the works for next year with running as my top priority.

Busy day.  Have my niece's first birthday party tonight. 

My brothers came for the party, always nice to see them. One of them joined me on the run, he's a natural. I'm trying to get him to start running at least 20 miles a week.  He's just under 6' and weighs 145. 

We did an easy 3 at 7 minute pace then dropped the pace for the last mile. 5:20 for me, starting to feel more comfortable running at this speed.   He managed 5:45.

Sorry to hear about that soreness. Sometimes while running, I find myself wondering what this or that particular soreness might be related to. It is always a pleasure when the next day the sore area is no longer sore (having been replaced by soreness in a different area).

You mentioned cross training in a previous blog (office move). I did two 10 milers last week (Sat and Sunday)and some cross training of my own (raked 10 bags leaves Sat, and 9 bags leaves Sunday and bagged them before the runs). I was sore Sunday.

Felt pretty good. I did 2 x .5 miles and 2 x .25 miles. The quarter miles are no problem at all. The .5 miles are more of a challenge but I managed okay. Breakfast was a slice of leftover pizza and some naked juice. The kind full of spinach and wheatgrass. At least part of it was healthy...ah the bachelor life

Mr ACorn - where exactly is your foot hurting? Pull up an image of the foot on google and identify where the pain/discomfort is and if you know what happened to the foot, let me know. I'll suggest some things that might help. Often, if you treat an injury correctly and quickly, you'll stop all sorts going wrong. Most of the time, the injury isn't where the pain is - it's normally referred, unless there's been impact. Perhaps, you were dropping in a few kung fu kicks on some poor unsuspecting 10 year-old kid cycling along on his bike, and you hurt your foot on his bike. Can't wait to find out...

Sorry about the length of the image. The pain is not awful just enough for a minor hesitation before my right foot strikes. It is on the ball of my foot, near the sesamoid bones more in the center of my foot. I wish I knew what happened but I don't have much of an idea. The past two months I have added 2 new pair of shoes to my rotation but nothing else.

I've cut my mileage back a bit but I am hoping this gets sorted out quickly as I intend to put a string of 50 mile weeks together from mid December to February so the aerobic base is there for when the harder training comes.

Right now I ice it daily and try not to walk on it more than needed. Thanks for your time and insight.

First lap was 17:56 then picked it up a bit on the second lap for a tempo run in 15:03.

Thanks for the concern. I've been lazy and kind of bummed about my foot. My uncle a PT says I have peroneal tendinitis. Jing has the misfortune of hearing all my moaning and is probably as sick of my inability to run as I am.

You're back! Bummer about the foot - but hopefully it won't end up being too big of a deal. You've made some huge gains in the past couple months... its not going to all go away in a couple weeks. Better to take care of it now and hopefully start 2012 with a clean bill of health.

Perfect pushups are amazing. No one has ever bought a set and regretted it! I've been doing a lot more pullups the past 2-3 weeks and have really noticed the strength gains from adding those back in. I feel like I'm even getting some core work in by doing those.

Just finished The Iron War by Matt Fitzgerald.  Awesome book about the 1989 ironman. Highly recommended for anyone that enjoys endurance sports.  Fitzgerald includes info on several studies pertinent to endurance athletes.

A couple of girls, I'm guessing high school age saw me about a mile into my jog and decided to drive next to me for about a quarter mile and ask me random questions:

I enjoy it.

-Do you have a girlfriend?

I'm 27.
