Thanks PRE. I am a little over six feet tall. I used to lift weights lots but now the upper body muscle is counterproductive. I'm definitely not fat just too bulky for a distance runner.

Great goals! Your weight goal caught my eye, especially in relation to your height. I'm 6'3 and would like to drop down towards 160 (currently 170)? Obviously eating right'll be a key part, but when I cut my calories down, my legs pay for it on the recovery end.

Long story short, how do you plan to get down in weight?

10 k loop after work, did 6 x 1min on/off in the middle of the run.  Averaged just under 5 min pace for my 1 min on portions and 7 min pace for the the recovery. I had hoped to run a little quicker then that but it wasn't happening today.  

200 kettlebell swings with a 35 lb. kettlebell in 8 minutes.  Take that crossdressers fitters!

Hey on Saturday (8am) we're going to do a tempo run on my loop near our place. I'm not sure exactly who is coming, or how far everyons is going, but I'm going to do about 10 miles or so at 5:20ish pace. The loop allow you to cut in and out, so if you wanted to use it as an interval type workout, and cut in and out, I think some guys might be doing that.

I'm out of control when it comes to running shoes. I've got about 20 pairs. The ones I've got listed are actual mileage on the shoe. As you can see, I like trying out lots of different makes and models.

Hi. I will keep that in mind regarding the shoes should I need advice on brand, etc. Currently, I own two pair - one for walking and one for running...you have 20 pairs! Sheeesssssssshhhhhhhhhhhhh. I really am not sure where I would put all those shoes.

For me, I know I will never be a world class runner. I don't even consider myself to be one of the top local runners. I just enjoy being outside and It's fun for me to have goals to chase (pun intended). The big picture is to realize I'm doing this for my health and sanity. I consider running to be my form of therapy. Hopefully, it'll be a habit I can pass along to my future family.

Had a fun longer run with Brayden and James aka runmehappy

Started with James and had an eventful run.  It started when I stepped in a massive puddle pond that appeared to be solid ice. Likely a broken pipe. Luckily, we hadn't run far and turned back to change my shoes. After the shoe change, a moron pulling out of 7-11 nearly hit us. He had an awesome lifted truck. (Insert jokes here).  James and I both had reflective gear and headlamps on so not many excuses for aforementioned moron. James tapped his car to let him know we weren't happy.  Things got ugly from there and I was called the f word in all of its variations including the three letter f word. I failed to get his license plate number...next time

We ran the last 7 with Brayden. Anyway, turned out fun.

It was a fun run despite the first few miles of mishaps. As you can see on my blog, we got quite the adrenaline rush after the truck incident that we picked up the pace for mile 3. That was mostly up a gradual hill too.

Another morning run with Mr. runmehappy.  My younger bro tagged along for 5 miles. I always bug him about taking running more seriously, he'd put me to shame if he started training regularly. He's 5'11", 140 pounds and ran an 18 minute 5k last year with me off of virtually no training.  I'm going to keep pestering him.

Hi. Here is a thought. Offer him 200 dollars if he breaks 17:00 for the 5K distance. The cost of a couple pair of running shoes. But he would probably have to run a little more than he is to accomplish that. And then he may get hooked! Or...race him in a 5K and tell him you'll give him 200 dollars if he gets close to beating you...like 30 seconds.

Got a horrible sleep last night. Had planned for a double today. I've felt kind of congested, maybe due to the polluted air.  Opted to sleep in as late as I could today and slept even more after work. Apologies to runmehappy for canceling. 

Debated skipping my second run too. Consistency has been tough in the past and I know it's key for me to improve. 

Warmed up for 10 minutes on stationary bike. Opted for the treadmill, didn't run until 8 pm and did a 4 mile tempo in 22:55 at a 1.0 incline. First 3 miles at 5:45 and last one at 5:40. Cooled down for 10 minutes on stationary bike.

Right knee is pretty tight so I spent a good amount of time stretching and rolling. Feels slightly better but still needs work. I need to work on my posture and figure out some alignment issues.

Easy day tomorrow with more stretching and triggerpoint therapy. More stationary bike and a couple easy treadmill miles are on the schedule.  I'm hoping some clean air replaces our sorry excuse of breathing material tomorrow.

Those 4 mile tempo runs are great for blowing away the cobwebs/tiredness.

It's strange how we go out for runs to help us stay young and fit and healthy and yet we end up poking and prodding our bodies to rid ourselves of ailments that force us to walk like octogenarians.

Great comment. I have many days that I wonder what the heck I'm doing this for. Honestly, the best answer I have is that I want to see what I'm capable of. If I was just looking to be healthy I'd run 3-6 miles a couple of days a week and do pilates and some strength training.

That's how I look at it too. I would never try to argue that 140 mile weeks and hard threshold workouts and optimal for holistic health or whatever people call it. I take it to the next level to see how far I can go, where my ceiling is... so far, I'm not close to it. And neither are you.

Someday I am going to research that "air situation" in Utah. Forgive me, but I am loving when I hear Elites struggle with some of the same things I struggle with (consistency!). I am stringing together five solid weeks of training at this point. For me - that's pretty good. But it seemed like you were really consistent this past 6-12 months...am I off on that? Ran along Wasatch with James, I paced him a bit for his tempo run.  Kind of a strange pace, middle 4 miles I ran about 6:45 pace trying to pace James and I wanted to either slow down or speed up a bit.  Maybe I need to do more runs at 6:45.

Hi. Glad to hear your knee is feeling better. The 6:45/mile pace is probably around the midpoint for your Easy Pace range or maybe even toward the higher end of Easy. I have been running Easy miles (high end of Easy) all year and am just now getting some runs in around Marathon pace - finally. Was missing the faster running. Keep an eye on the knee and other body parts.

I've been cautious with making my knee any worse so not much running the past couple of weeks.  It is less than 10 weeks to the Salt Lake 1/2 marathon and I'm really hoping to run under 6 minute pace there. Made a plan of attack today and am excited to get after it!

Did 7.2 miles then  6 x 1/6 mile repeats in a quiet nearby neighborhood.  Averaged 48 seconds per rep and rested (walked around) for 50 seconds in between each rep.

Cooled down for half a mile.

The main topics are injuries, improving form/technique, fixing muscle imbalances and weight lifting/crossfit.  The discussion is between Rich Roll an ultra distance athlete and Brian Mackenzie a crossfit instructor.  The podcast is here.

Just listened to the podcast - thanks for posting. I'd never heard of the fellas before but the interview was great.

The idea of the high intensity stuff isn't new - as they say. But something people should be aware of is that before you go down the high intensity route you need to make sure that your body can cope.

I'm a fan of functional fitness, but I wish that people would start with some pre-core stuff, like bears and crabs and rolls etc, before moving on to lifting. This would prevent so many injuries.

Many runners do planks etc and don't realise that they are destroying their core and heading for serious injuries.

Thanks for the post. I thought you'd find that podcast interesting. You're right on, some of that old school core and functional stuff that isn't mentioned much anymore is the best method for getting strong. The exercises you mentioned are all very functional and will improve overall athletic performance and core strength.

My thoughts on the podcast are as follows:

The crossfit "guru", Brian Mackenzie seems to know his stuff when it comes to strength training and proper form. I'm not a trainer and have no certification or real knowledge to tell if he's legitimate or not. I don't doubt that his method can help improve form and performance. At the same time, he also seems to be about self promotion and pushing his agenda.

I don't know how much science there is to back up his methods. My gut is that there's not a lot and I'd be happy to race a guy my age that is only running 15-20 miles a week anytime and strength training. I used to be that guy and since upping my mileage I've improved quite a bit. Compared to most on the blog I'm still lower mileage.

I have learned (through my failed attempts) that when it comes to running, if you don't have a solid aerobic base you won't amount to much. It has taken me a long time to learn that and I picked it up on this site by following Jake, Fritz, Allie and others. You can't strength train your way to fast running times.

PRE - There's nothing wrong with developing your core. What most people do wrong - I was guilty of this and I knew better but still made the mistake - is that they go straight into doing planks etc without preparing the body for these exercises.

It's like going straight into speed work without having run before.

'Runners World' and similar mags have articles about core work etc, then suddenly everybody is doing planks. Months later everybody has hamstring problems. Why? It's very complicated. But here's a simplistic overview:

You need to get your muscles firing in the correct order. Think about a baby going from lying down to crawling to standing. Their muscles are learning/developing how to function in the correct order.

Then what happens is that we forget the correct order and our bodies take short cuts. We then spend hours sitting at computer screens etc. Our muscles shorten and tighten and take short cuts when we stand etc.

Then, we start doing planks and neglect many of the smaller muscles. What happens then is that our core muscles tighten - from isometric contractions - and pull our skeletal system out of balance and we get injured: big muscles - prime movers - take over the work and weaker muscles get injured. That's the simple version:)

Try this: lie on the floor, face down. Roll over once and then move to an all fours position. Then stand and raise your arms. Simple. Try it.

Do the movements slowly and tune in to your body. You'll notice some strange things going on. This is the smaller muscles waking up. This is what you need to do before hitting the planks etc. Get the small muscles working first.

Look up bears and crabs and caterpillars and rolling - these are some of the things you should be doing before moving onto stability and functional work, which you should be doing before core work.

What do you think Acorn? I know you like the kettlebell stuff, which is fantastic. The Turkish stand is my favourite move, although I think I'll be dead and burned and scattered before I'd be ready for that move:)

Core and weight training is a great supplement to running. Bam is right on, it's something you've got to ease into. Before I started running more seriously I lifted weights 4-5 days a week and weighed 185. I only jogged to stay somewhat lean. I caught the running bug about 5 years ago and believe that the strength training I did has been beneficial to my running. I enjoy running much more than I ever enjoyed lifting weights. Ironically, I now feel that I'm too bulky in my upper body.

Now I skip the weights and do mainly pullups and pushups and kettlebell exercises like Bam mentioned.

If you've ever tried kettlebell swings, you know how brutal they are and are great for hip and core strength.

If you're going to do strength training, it's worth the time to learn proper technique to avoid injury and ease into it. Pretty common sense stuff but sadly we're not rational lots of the time. I include myself in that statement.

Took a couple to get warmed up then I feel like I hit a pretty good rhythm. Not used to trying to run fast so quickly after waking up. Looking at my rep times I was all over the map.  Would like to be right around 75 second average next time.  Distance wasn't exact either, probably a good idea to either mark off the course exactly or go to the track.  

Either slowly jogged or walked in between the reps for about 90 seconds average. James will have the exact rest periods. I felt very rested for each rep. Overall, I was just happy to get some quicker leg turnover and have someone to suffer with.

Been feeling pretty awful since last Friday. Achy joints and all sorts of dismal things going on. Thought it would go away but hasn't so I got in to the doc today and am waiting for the blood labs to see what the deal is. Pretty bummed but hoping I can get back out on the roads fairly soon. 

Side note:

The doctors assistant put that little pulse and oxygen saturation reader on my finger and was surprised that it said 100% O2 saturation. I attribute that to running.

Hi. I hope you also can get back out on the roads soon! If within a week or so, that would be fine. You should not lose too much fitness with a two week break. I base that on my personal experience as I took sixteen days off and resumed running 12/25/12.

Actually, the downtime may actually prove beneficial!

Ran with James at the Cottonwood track.  He was doing some mile repeats at my goal pace for the upcoming half marathon and was nice enough to let me tag along.  I think we were close to 6 minute pace for the first two and the last one was slightly faster. I'm running the Salt Lake 1/2 marathon on April 20th. There's a 5k next Saturday, the Running of the Leopards. It's a very aided course that I ran last year. Thinking about doing that but kind of hectic for me right now as I'm getting hitched on April 12th.

Decided to do the tempo at the Cottonwood track instead of up on Wasatch.

Warmed up for 1.25 and then got right into the 4k tempo.  

First 1600 was right at 6 minute pace and the last one at 5:50.  Average pace of 5:56. There was a little breeze on the backstretch that made things fun. Overall 10 laps at a good clip.

I can tell my body is still climbing out of the hole that the awful virus I had put me in.

Also, I got a print out for my blood labs back today.  I figure someone on the blog will know if the following are healthy measurements for a runner. What else should I look for? I know the first two measurements are important but not sure about the rest.

Ball of my right foot is pretty tender. Likely metatarsalgia or morton's neuroma, based off the symptoms. Maybe just bruised. Plan is to keep doing the tempos, workouts and long runs but all the easier runs will be done on the bike until it improves. Oddly, it hurts more to walk on it then run. I was limping around like an old man today.  

I read The Stranger by Albert Camus yesterday. Absolutely loved it. Wondering how I missed it in all my college philosophy classes.

Little workout at Sugarhouse Park during lunch. Wore my Pegasus because they have lots of forefoot cushion. Probably not ideal for fast running but I'll take what I can get at this point.

Warmed up for 1.5 on the grass perimeter then moved to the inner street of the park and did 2 continuous loops at tempo pace. Good practice for hills. First loop was 8:01 then 7:56, I had another one in me but decided to play it safe and call it a day. Lots of people out, beautiful day. I was able to ditch the shirt and work on the skin cancer :)

Legs felt a little dead from yesterday's bike intervals. Foot hurt a little during the tempo but was fine on the grass. I may be running 10 laps of liberty park for my longer weekly run or 7-8 loops of the sugarhouse perimeter. Should be fun.

There's always something happening. Today I was almost bit by a pitbull while stretching after my run. He was on a leash but the owner wasn't paying attention. The owner apologized and then asked me if I wanted to pet the pitbull, which was still growling at me. Thanks PRE! I've obviously got to figure out this foot issue. I've sprained my right ankle more times than I can remember and think that may have something to do with it. Probably range of motion issues. This happened to me before my last 1/2 too. Last time, I basically stopped training for a month before the race. This time I'm going to ride as much as needed and run on soft surfaces as much as possible.

I'm prone to minor mishaps but Burt is in his own league.

Jogging on the grass tomorrow to test my foot. After talking to a sports med doctor I'm convinced it is metatarsalgia. Means I need to add foot strengthening exercises into the mix and some ankle exercises. Frustrating, I feel like whenever I get close to actually running a decent amount 60+ a week then something happens. I will beat this.

Did a bunch of strength training then 4 easy miles. I'll keep the runs short for a couple more days. Tomorrow the plan is to do something like 45 minutes on the bike then 5-6 miles then 45 more minutes on the bike. Probably an okay substitute for a long run. 

Played golf with my dad and younger bro today.  I shot the highest. Not a good thing when playing golf.  Still lots of fun to spend time with the fam.

Hi. Probably a good plan. Others would know better than me though. I personally tend to get paranoid around cutting long runs short. I have to monitor constantly if I am short changing my program. Woke up and my first steps were painful. I guess my foot hasn't healed as much as I'd hoped. Iced the foot and did ankle and foot PT exercises. I rode the bike hard for an hour.

 

Afternoon I loaded up on advil and did a short run but about 2 x .5 miles at a good clip. 3.5 total miles. More ice and rehab exercises. Not feeling good about the 1/2, I know I could run it but don't believe it's too smart and my confidence is low due to a poor training cycle. Will be pondering this for a couple days.

I just failed to run a race today because I injured my back yesterday. Hoping I am not going to miss my ultra in two weeks.

And you probably could run the half marathon - I guess the question would be this...what would be the reasons to run it? If it is to do the half in 1:14 and you are thinking given the injury and the compromised training, that will not happen, yep, put it off.

Nice and easy miles.  Foot is feeling lots better.  Came down with bronchitis last Saturday and that put the nail in my half marathon coffin.  My resting heart rate has been in the 60s this week when it's normally in the low to mid 40s.  Will pick a couple 1/2s to do in the fall and put together a plan.

I enjoy the long stretches of road. Getting up to the Capitol is a bit of a grind but probably good for my frail psyche. Both days I have run in the Aves there has been quite a bit of wind.

Wanted to do some strength training today so went to the gym.

Did 10 min wu on the stationary bike.

Run workout

2 x .5 miles at 10mph at 2% incline

1 mile starting at 10.1 increasing every .1 to 11 mph at .5 incline

2 x.5 miles at 10mph at 3% incline

I did pullups and knee raises in between each and kept the rest to a minimum.  

I seem to sweat far more than everyone else exercising.

Sugar House park "technically" opens at 7am but I've logged plenty of miles on the loop before that hour. I'm sure City Creek is fine for running before 830. No one really cares.

The foot is doing pretty well. I doubt I run much on vacation so that should help heal it up too. I'll just have to make sure not to overdo all the pastries in France. I guess even if I eat a few of them, the weight will come off when I go to England. The food there sucks.

Ran in Holladay with my brother Daniel.  Left knee didn't hurt on this run.  I'm wondering if all the hills I've been running lately are causing the slight pain.  Ice and rolling.  

I'm going to skip the Crack of Dawn this Saturday as I'm sure it's not wise to run close to 5:15 pace down the Millcreek Canyon for 5 miles.  It is a very fun race and I plan on returning to see if I can lower my time from 2011.  

As for now, my goal is to run 25-30 miles a week for 2 weeks and see how I feel.  If all is well I will bump it to 40 and repeat the slow increase.  I'd like to be able to have a 10 week training cycle before the Big Cottonwood Canyon Marathon.  If I can't stay injury free I'll be giving my entry away.  

I feel that my cardiovascular system is ready to go but my legs won't cooperate. I've started doing some lunges and leg extensions to help.  I do squats too but my form is horrible due to my slight anterior pelvic tilt and mild kyphosis. My posture sucks due to too much sitting at work and me being lazy and not sitting up properly throughout the day.

On the bright side, I'm more flexible now than I have been in a long time and my weight is improving too. 

Any suggestions on how to strengthen my chicken legs would be appreciated.

Jogged around the avenues at close to 8 min pace. Lots of potheads tonight, I smelled weed three times that I can remember.  Maybe more but my memory isn't great from the contact high. Knee started acting up during the last mile.  Serves me right for being too lazy to drive to Liberty Park.

Your bride's awesome.. Puking at the gym. Sounds like a smart move running on the softer surfaces. Regarding leg strength, the single biggest thing that has helped me are dead lifts. I'm no speed demon yet, but there helping me. I do them really light, every other day, With a lot of reps. The first couple weeks get you pretty sore but now they don't. My recovery time for my legs had plummeted as a result, too. It's just amazing how many different stride related muscles in your legs are worked with them.

My knee didn't hurt nearly as much on this run as it has been. I will be frequenting Liberty Park quite a bit in the next couple of months.  I can tell that my endurance is pretty poor right now.  The last couple of loops felt tougher then they should have.

Left knee started hurting a little bit at the start of the last mile but stopped hurting when I bumped it up to 12 for the last three minutes. Not sure why that is. I had hoped to go 5 miles today but decided to pull the plug early once my knee started acting up

I had some catching up to do because I’d been away from the site for a while.

I learned about your left knee – hope that is resolving. I saw that you had been using the treadmill more frequently than what I remembered and this is probably related to the hills that you were running and the left knee.

You are training for the Big Cottonwood Canyon Marathon…WOW!!! I had no idea. I checked out the website and while the canyon portion (most of the race) looks hilly, it’s touted as being a fast and beautiful course! Never heard of a marathon before where they hand out mylar blankets at the start of the race. 9/14/13 and a 6:40am start – I hope you can do this race! I like that it passes through your hometown.

Enjoyed hearing about Jing (vomiting and all)! Tell her I said hello. Nice that she is able to do workouts with you at times.
