Warmed up and used one of the Zwift courses to do some Katy Perry laps ("You're hot and you're cold"). 280-324 watts for ~6 minutes at a time and long recovery of 8'. I was just looking for a way to break up the 2 hours.

I wasn't sure about a workout today, but figured I would get in 90' and build back up. Ended up doing the scheduled workout and it went fairly well. I was pretty tired and I knew it had been a while since I had done a workout since I blew my midweek workout on November 30. 7:49, 7:36, 7:24, 7:09

I am hoping for a more consistent 2024. I logged a good number of hours combined for bike and run and I did 585 hours and 307 active days, which was an overall increase from the last two years (not surprising, though 2022 had some decent cycling hours). I think I have enough experience that I don't have to do killer workouts to be able to run decently as my half marathon showed (workouts in early fall and then mostly just mileage and steady easy runs). My current schedule is not as busy as last semester, though pretty close, but the timing of my classes seems near perfect for some solid training (plenty of morning time for a midweek workout, doubles 3-4 times a week, etc). 

Megan and I took the boys to an Oakland basketball game. They had a lot of fun. We were worried they might not want to sit there as the last basketball game we went to Charlie has some trouble with the sound, but they did great. They love the Golden Grizzly mascot, Grizz, so that was helpful.

Good ride. Legs were a little sore from yesterday because I haven't run much, but they felt good on the trainer. Didn't want to press but also did want to doddle. This was a nice comfy, in between effort. 

The boys came down for a while and played on the trampoline and other various things they continue to scatter in the basement.

I don't think will be a typical pattern most days, but my schedule is great and I think stacking a bit earlier in the week is okay. Double run days Monday, Wednesday (depending on length of midweek session in the morning), Thurday, and Friday. 3-4 doubles a week most weeks will go a long way. I can't double 5-6 days a week like I used to but I don't need to and I am not sure I want to (okay, I would if I could). 

First day of the first full week of school. Boys were back in school. I set my alarm for 5:30 and got on the trainer before Megan and the boys got up, got them off to school and went for a run. Did some light work and got my grocery shopping done and took a power nap before class. Class went well and then I picked the boys up from school and started making dinner. We have been trying to do more dinners together, which means I need to get started much earlier than I am used to for the last 15-18 years. It is taking some regrogamming, but it is great. 

I'm not a morning person, but I do like gettting an hour of exercise in before anyone is up and sipping my coffee in the dark and quiet. I COULD be a morning person, but that will take some reprogramming.

Lunch: ~78 minutes on the trainer w/ ~30' Zwift race.

Did the same race that I did toward the end of last semester. It times nicely for a warmup, race, and cool down with the boys nap. Tried to hang back but also not let the group get too far out. Felt that the effort was conservative, but unlike in a running race where you can just kick the tar out of someone with fitness, you cannot do that really in a cycling event, virtual or otherwise. Did some strategizing and made a mental note of a landmark on one of the laps that there was around 2' to go, so I figured I would start pressing there, knowing I descend a bit fast than some partially due to weight, partially due to overpedaling. I had the "feather" powerup and knew that on the uphills I tend to sag a little bit either due to weight or underpedaling. On the last lap I hit the power up just at the base of the hill and I shot up it quite well around third or maybe I was in the lead going up the hill. I then pressed and came out of the saddle trying to sprint several times. I could see the line and figured the whol group would pass me and one guy did at the last second. So I took second in a C race, which oddly felt pretty good because it was a decent sized race.

Not the same as in-person racing but it is fun and it is actually quite difficult and you get a good workout in. My first Zwift race was about two years ago, and I generally do them a bit more in winter. I think this year as my running continues to pick up I will do fewer bike interval sessions and more of these races, which are essentially unstructure intervals. I think when warmer weather picks up (yes, already thinking ahead), I'll probably do a trainer ride/Zwift race once a week, Thursday Night Dirt, and a long Sunday ride at whatever effort feels right after my long weekend run. 

I was hoping to push the running mileage up a bit this week, and it will go up but we have a storm Friday and I don't think anyone is going anywhere, so that is likely a 2-hour trainer ride.

40 degrees, dark, and raining. Not a bad run though. Got this in after Megan got home. Figured it will help get into the rhythm after a week or so off around the holidays.

Started a ride but I was having my car windshield replaced and got interrupted, so I reset and did my hour. Glad to have my windshield fixed. I waited to long.

Did this on the treadmill as I was worried about the footing. Ended up going quite well. I wasn't sure how it would go given that I haven't been on the treadmill since July. I thought 8.0 MPH might feel fast, but I warmed up about 25' to make sure. I started withthe first few minutes at 5.0 MPH and progressed down to about 8.0 or so to warm up. 

20' w/ 5' each @ 8.0, 8.1, 8.2, 8.5 

5' jog 

10' w/ 2' each @ 8.5, 8.7, 9.0 and 4' @ 9.2

I was going to do one last speed change to 9.4 for the last two minutes, but I was riding the line but still feeling strong and wanted to focus on finishing at the same effort and not having to back down. 15' cool down @ 5.0.

This will give me something to work with. I will likely be doing my faster stuff on the treadmill for a while I think. Not interested in slipping and sliding at this point in my life or having to look for prime real estate. 

Weekender this week is 1:40 w/ 40' steady, so I think I will start @ 8.0 and try to work down just slightly over the 40 minutes.

Got up around 5:30 or so, fed the cats, and had my coffee. Got on the trainer about 6:15, hoping the boys would sleep in for at least 45-50 minutes. They mostly slept in, stirring a bit around 7:00 and decided I was just going to finish my hour unless they were really tuning up and would wake Megan.

Good recovery run. The township had plowed the safety paths, so they were mostly just wet, which was nice as I expected slush, water, and ice.

Got up at a decent hour, but hit snooze a few times. I do love a wrist-based vibration alarm so it doesn't wake Megan. Still got on the trainer a bit after 6:30. The boys slept in until just before I finished. 

I thought the boys might have a snow day, but the snow held off, which was great as Megan is swamped and I needed to get some light work done.

Glad to get my regular loop in one more time before the snow hits because next week the cold air comes in and I imagine the pathways will be a mess for a while. It was starting to get messy when I picked the boys up from school.

AM: 3 hours 15ish on the trainer. 30' of up/down and Long Zwift Race

This was a longer Zwift race at 2 hours 45, much longer than I have done. Typically about an hour is about right. Pretty uneventful for most of it as you can't really push too hard too early. It was only 4 of us or so actually in the race in the piker division. I started to press a little the last hour as I felt the pace was too pedestrian (I was averaging high zone 2 and I can do that by myself on normal rides). I pushed pretty hard on the last time up Box Hill and we dropped on guy hard. The last mile the two guys put in some surges. I used a power up and should have hit the downhil harder as they only hard 2-3 seconds on me. I started to stand and sprint a bit in the last 1/3 of a mile but I didn't have much. Probably needed to be in the small ring. Got in a decent effort and it was a great way to get in a bit over three hours

We got about 7-8 inches of heavy wet snow so I switched my long ride day and my long run day. Will definitely be on the treadmill tomorrow. Everything is going to be a mess for a while with the arctic air coming in.

Got screwed out of about a half mile or so on my watch, but didn't bother with a manual entry. Warmed up progressively from 5.0 to 8.0 to a bit faster, knowing I was going to likely start at 8.0 even if it felt too easy and progress.

This was a solid workout and gives me a better sense of current fitness and treadmill speed so that I can ratchet down my midweek workout next week a bit more than the one last week, using that and this one as a guide. 

Walked around the mall for a little bit to get some food and just look at the stores. You'd never know that malls are dying from Great Lake Crossing in Auburn Hills, Michigan. Went grocery shopping after.

Did my as of late typical time and race though on a slightly different route. Solid race overall, but I needed to push on the downhills after I used my powerup on the uphill. I think I needed to be first going into the sprint even though in cycling that is typically exactly where you don't want to be. Trying to come from behind with 2-3 seconds didn't work well or I need to change my approach and gearing for when I get to the sprint. Took 7th and lost by 2 seconds. I haven't had much of a sprint. Certainly not what I do when I randomly do them in an easy ride. Power was nothing special but tactically I stayed more or less where I needed to.

Watch shorted me again. I guess I could calibrate it or use my footpod if I can find it. Solid workout. A good deal faster than last week though I was feeling out the paces then. I think the effort was just right on this one. I was hanging on the last few minutes of 15' but it wasn't bad. I did rethink a final speed change, but that was fine.

I was hoping to do the 15' @ 9.2, 9.4, 9.6, but hte 9.4 was plenty and I knew I could get through the 5' @ that, but knew one more speed change wasn't going to work and even thought of cutting it back to 9.2, but hung on. HR was creeping into the lower 180s, so challenging but not impossible, but when your fitness returns and your hydration is good and your RHR is low, sometimes that 180 hits a bit harder.

Got a bit of light snow, but figured I would venture out as the safety paths had been cleared somewhat. Slow going but not terrible. A few small snow banks to navigate. Met the plow on the way back, which left some hard crusty snow and solid footing (and faster pace) with my screw shoes. Nice to be outside and get some air, especially as it was back up into the 20s.

Long ride with a group doing a Zwift century, which really isn't a comparable century, but it is a solid 4 hours, so that was fine with me. Got up about 5:30, not really wanting to and then waking up and deciding it wasn't a bad way to spend a morning. Felt solid throughout and fueled and hydrated. Very solid power to HR. Right at the top of zone 2 for the average. Higher in places of course to keep the pace.

Went to Oakland to see about getting Megan's tire fixed. Called AAA and waited over 2 hours, so I changed it myself. Megan didn't want me to do it, but it was in the low teens and windy and even though I had my car running I wasn't in the mood. The hood on my car wouldn't close (I put in some windshield wiper fluid), so that really set me off. I assume the catch was just sticking in the miserable cold. Ho hum.

I went to look at a new treadmill as they had some decent financing options and I hoping to Megan will go for it. Tired of the one downstairs that has never worked right. Looked at a True and some of the Spirits. I think I would prefer the True as it seems more solid of a machine. Pricey though.

Zwift Race. 22' @ 299 Watts. HR 165. 16' up/30' down. Pretty hard race. I did the B race. Tried to keep with the lead group but just didn't have much in my legs. It was suppose to be a recovery week, but I felt like racing, so I just decreased my overall time a good bit. 

Talked with Megan about getting a new treadmill and she said go for it. The company will deliver it and set it up, which was a non-negotiable for me. Megan, me, my sister, and niece moved the 300+ lb NordicTrac into the basement about 3 years ago and it was pretty scary. Pretty excited about having a machine in the basement that works. I really have grown to love indoor training as long as it is not all I do.

Solid workout. HR was about what it should have been but I could have pushed a little bit. Things were getting hard the last few minutes. I just don't have a lot of leg speed, so running 6:20ish pace on the treadmill is not crushing aerobically but my legs just aren't able to really turn over yet. Things are moving along nicely and once I get the new treadmill and my mileage back up into the 70-80 range over the next several weeks, I think I will be moving along nicely. 

Stopped into the fitness equipment place between the gym and my glass and purchased the treadmill. It's a True 3000 series.

It was my 39th birthday. Went out to eat with Megan and the boys and had a decent meal. I had a few beers and a few drinks after. I haven't had anything in about 3 weeks, which seems to be the right approach to life. I had a good day.

Getting into the top part of zone 2 and my HR is under 130. I am starting to really see signs of increased fitness. That happens when you exercise 14-16 hours a week. Waiting for the weight to start falling off. 

Can't wait to get the new treadmill. I will definitely be hitting the trainer a good bit, but I will likely be able to add an additional easy run on Tuesdays while the boys are napping rather than doing my weekly Zwift races, though will maybe alternate.

Did the group 100 mile ride again this week. Felt quite strong throughout and like I wanted to press at certain times. I am unsure if I could hang with the Bs, but I am willing to try in a few weeks. HR was really strong and probably where it should be for an indoor ride at high zone 2. Long run tomorrow, which I think I might be able to do outside, which will be nice because it will give me some terra firma data. I imagine my pace will be pretty close to what it has been on the treadmill. Hoping for 2 hours with 1 hour around low-7' pace with the last few miles in the 6:50s or even 6:40w, but we shall see.

120' w/ 60' Steady

I probably could have gone outside but it was pretty windy and I wasn't sure if the slick spots were gone and I wanted to keep consistent with the last few weeks. I warmed up 30' starting pretty slow and progressing to workout pace and a few strides around 10MPH+. I changed speed by miles, which I almost never do just for something different. Planned to start just below 7:30 pace and see how I progressed. 

I didn't feel like I had a ton of turnover and I was sweating quite a lot so I didn't get too aggressive, but I think I ended up doing for 60' what I did for one of the 20' intervals I did this week, so it went quite well.

The progression was something like mile 1 @ 8.2, mile 2 @ 8.4, miles 3-5 @ 8.6, mile 6 @ 8.8, mile 7-8.6 @ 9.0. I completed 8.6 miles in 60' so around 6:55 average @ 169 BPM. I did the first 32 minutes or so at 1.5% and dropped it down to 1% after that, so slightly faster than belt speed pace if you follow treadmill conversion charts, so around upper 6:40s to low 6:50s. I think I would probably be able to run that pace for an hour outside, probably faster in the colder temps. 

I felt this was a really good workout, especially given that it was roughly the same pace as my midweek 2 x 20' from Wednesday. I felt like crap after. Stomach was sour and I had no energy and it got worse throughout the evening and I didn't really feel like eating dinner after I had a late lunch/very early dinner.

Felt very strong and my HR was quite low, almost makes me think the top of zone 2 is higher than what I have it set at. I guess I need to do an FTP test. Kind of loaded the legs for tomorrow's midweek run workout, but I will survive. I skipped my typical Zwift race, bit didn't want to just do zone 2 but I didn't want to do anything as hard as intervals. This fit the bill and plays to my strengths.

This was supposed to be 10-8-6-4-2, but I thought I hadn't gone long enough on the 4' rep even though I was keeping a close eye on the time. Better over than under. I backed off from the planned progression that had each interval descending from 9.2-10.0. I think I got the effort right. 

10' @ 9.2, 8' @ 9.4, 6' @ 9.4, 5' @ 9.5, 2' @ 9.6/9.7 (all @ 1%)

HRs were in the upper 160s to low 170s, but I am finding that with my fitness and HR being quite low the 170s are challening once I get into the mids and definitely upper 170s. These were definitely mor threshold type reps than my last few midweeks, which have been challenging but not overly taxing. I was working to concentrate on the last few minutes. I was very glad the times were descending and not increasing.

FTP TEST

I thought I could beat my numbers from the AI number from trainer road, but I was very humbled on this one. I thought I could put out 330-350 watts for 20' but I was promptly humbled when I went out through 5' and tried to keep pressing from 326 watts up, but then I just dropped over the last 15' to 306. I really wanted to quit, but I stuck it out and figured I would just finish it and get in a good workout. This dropped my FTP considerably. The 20' assessment is quite difficult to pace and I haven't done one in 4 years I think, mostly because they are so taxing and difficult to do well. I guess I shouldn't be surprised given that I haven't done much theshold stuff. 20' @ 306 @ 169 BPM. Still, I did 299 watts for 22' in a Zwift race, so this is pretty disappointing.

Much like my running, my endurance and general strength is decent but my speed and theshold stuff is pretty weak. After 4+ weeks at 15-16 hours of training per week, I guess I shouldn't be surprised. Need to work in a recovery week.

30' @ HME

6:46, 6:43, 6:50, 6:45, (6:46). Warmed up 30' with some accelerations. I was hoping to start in the low 6:40s and work into the 6:30s, but I didn't quite get there. HR was solidly in control, but it doesn't seem to be getting that high lately. I averaged around 168 or 169 BPM. 6:46 average.

A long way to go, but probably not far off from the treadmill workouts, so I guess that isn't disappointing. This was considerably faster than my 90' workout with 30' steady, which averaged around 7:30 and the last mile was around 7:15 and it almost killed me. I was decently hungover then and since January 6 I have only had drinks on my birthday. Definitely helping, but I wish it was helping more :-)

Switched morning/afternoon with Megan to do a ride with the guys tomorrow. It was nice to work a bit and watch the boys and watch the Olympic Trials.

I planned to drive to Stony Creek for some lake laps with a group and went back and worth about going in the morning as it was much colder than I thought. Planned to go out on my fat bike to ride my own pace and check out the dirt road conditions. Decided to go, then realized I wouldn't make the meet up and my bike rack was frozen, so I got the fat bike ready and road that. Ended up being a really fun run to Holly and back through Ortonville, etc. Most of the roads were in great shape. Very few potholes and the roads were firm (mostly) a few areas where there was runoff and some ice spots but I just slowed down as I wasn't in a hurry anyway. Ended up being dressed perfectly. 

HR stayed very low. Just under 15MPH on the big bike. No power reading as my power meter seems not to connect and really hasn't since before Iceman. Perhaps I did something during my crash the week dad died.

Decided to do a race as it has been about two weeks. Was thinking the crit race series, which would have been around 32-34 minutes I think. This race was what I figured to be around 45' though I didn't realize there was that much elevation gain. I raced B and got dropped pretty hard in the first 10 minutes, but I worked my way up from about last place to 6 (out of 10). The hills just left me behind as everyone in front of me was definitely much lighter. I just kind of kept the effort up and put in a solid effort, trying to catch the 5th place person. I had to plug in my computer, so I jumped off the trainer and back on and that was probably pretty much the gap I needed to close. This was a personal best for 30 and 45 minutes.

This workout went very well. First midweek workout outside this year, so I wasn't quite sure how it would go and I am not sure if this ordering is harder or easier than cutting down from 10' to 2'. Decent effort on the bike yesterday, so I wasn't sure how legs would respond but felt really quite strong. Warmed up about 26' w/ a few strides. Need to start doing a proper warmup and this was a bit better than as of late. I expected to start around 6:15-6:20 and then get slower throughout the reps. I slowed a bit, but mostly held steady, which was very encouraging. 

2' @ 6:18 (159BPM); 4' @ 6:30 (161 BPM); 6' @ 6:24 (164BPM); 8' @ 6:29 (165BPM); 10' @ 6:27 (166BPM)

I felt like maybe I was holding back slightly but I didn't want to fade through the longer reps. I also didn't want to go too hard and just tried to keep the paces the same. I will have time for really getting after it in the future. This felt comfortably hard. HR never really peaked much more than 173, so these were quite aerobic. My overall average HR for the workout was pretty low. Usually a workout such as this I averaged at least 152-157, so I know my HR is low and also recovering more quickly than it sometimes does.

1:35 w/ 35' @ Half Marathon Effort

I figured based on how I felt during the midweek this week that this would be faster than the 30' @ HME I did last weekend. It was. 

Warmed up 30' w/ 1/2 mile @ marathin effort and two strides. I got the half mile at marathon effort during a warmup from Jake Krong a number of years ago. It works well prime the body and you don't shock yourself going from very easy warmup pace to your strides. Worked great. Been a long time since I have used it but it's great. 

Felt quite relaxed for most of it and my form feels solid. I tried to cut down a little bit without being overly agressive as the effort should be somewhat consistent. Started out around 6:45ish maybe for roughly the first mile and by halfway I think I was 6:42 and worked it down from there, with most of the progression the last 5-8' working down from 6:39 to 6:36. Wanted to get down to 6:35, but I needed maybe another minute. 

My HR through the first 10-15' or so was only around 160-161, which is sustainable for a long time for me, so maybe not quite HME to start, but I eventually found it. 

6:36 average for 35' (5.3 miles) @ 165 BPM

HR took very little time to recover. Please with how things are going. Feel like I am finally to a starting point of being able to be able to move in the right direction. I will work on increasing my milage to 50-60 and then over the next few weeks once we get the treadmill (whenever that is) to 70 or so and cut back on the cycling hours a touch. I still want to do at least 6 hours of that, so maybe just fewer rides.

20' warmup with ~1/2 mile @ marathon effort and two strides. These microrecovery workouts are always tough. You slow down for 7-10 seconds, get 10-15 seconds of actual recovery and then need to start gearing back up in the last 10ish seconds. I figured around 6:20 to start and then work down. Averaged 6:14.

60' on 5' Sweet Spot/5' Float @ Tempo

I was going to run, but worried that the treadmill might come early and I didn't want to miss it. I ended up doing an impromptu workout and I quite liked it. I didn't do any measure intervals, just used on of the courses that is around 15' for the pace I was going. Ended up around 269 watts and 150 BPM, which was really solid.

Treadmill delivered and assembled and of course it is tripping the GFCI, so that is about my luck. I called an electrician to get it sorted. Different issue than the other treadmill, but at least these is a common, identifiable one.

Did one of the portal climbs on Zwift three times. Apparently it is a gammified looking version of a real-world climb called col du Platzerwasel, featured on the Tour De France some years. Quite a lot of climbing but my bike maxes out at 20% and some of the grades might have been above that. Still, it was enough to get me out of the saddle and up my average power quite a bit.

Went to the Oakland men's basketball game. They salughtered the other team by about 50 points, including one guy who had about 8 or 9 threes. Lots of dunks.

40' @ Half Marathon Effort

Slept like a rock last night. Didn't hear Megan get up with the boys and slept soundly until almost 9. Went back and forth about the workout as my cold has got a little worse, but nothing terrible. Looked at the next week's training and decided I needed to finish out this round of workouts. It was quite cold and a decent wind on one stretch of the tempo loop. A bit of ice here and there, which I worked around while trying to avoid cars that still don't slow down even when you are trying to find decent footing in a neighborhood. 

I was hoping to get out fast and try to get 10k in for the 40', but I knew that that was quite a bit faster than last week and I might fade slightly. So I just figured I would run by the effort prescribed. The first lap was around pace and then I slowed as the GPS got established. Kept the average pace between 6:35-6:36 until the last 5' and picked it up. Didn't really have much of a gear left, but it was quite steady. 6:34 average, just under 6.1 miles for 40' HR 168. I thought about going to 10k, which was probably only another minute but it was mostly just for getting in the full distance. This would have been around 40:50, so I am definitely ready to get back under 40 in a few weeks assuming I don't lose any training the next 3 weeks. I will have a better sense before the race my target pace, but I think sub-39' will be my goal and then 12 weeks after that, try to run the same pace for the half and get back into the low-1:20s at the start of summer and then work on getting back into the high 1:teens by the end of the year.

Leaving for Florida to see my mom and siblings tomorrow. Should be solidly in the 70s, which will feel good.

60' Wave Tempo Alternating 5' sweet spot/5' Tempo

This was solid given my energy levels and worked through some of my anxiety. 

Megan got up with the boys. I was wide awake at 3:45 and didn't sleep well for much of the early morning. Feel alseep decently from 7 or so until 9 and layed in bed worried I'd be anxious as soon as I stood up. I was but kind of worked through it. 

I wish I would have got at least my minimum 65' each day in Florida so I could absorb all of the work I have put in this year, but when vacationing I always have the best of intentions and it is harder with kids and other people's schedules. I have two solids weeks before my first race of 2024, which will be my first 10k since fall 2018. I imagine it will shock the system and I will be lacking a gear, but I do have a chance to get in two faster workouts around 10k effort to sharpen up a little. 

Break this week and the boys will be in school, so I am looking forward to that. An electrician is coming tomorrow to hopefully sort out the new treadmill GFCI issue.

Road the trainer waiting for the electrician. Glad I got some decent time in as it is break.

The electrician came and figured we needed a dedicated circuit, which I kind of assumed. They said they could do a regular non-GFCI, so I said we would go with that, cut in a new outlet, and might as well make it a 20AMP. Had a few other outlets fixed throughout the house, which I know I should be figuring out. I knew it was going to cost, but holy moly. I do have a working treadmill in the basement now. I was really happy they could get it done today. Tried to use Zwift, but it was disconnecting from the iPad, but I think it is just old and mostly done.

Need to tweak the overall setup and level the adjustable feet a bit, but it is a really solid machine. Should be logging some decent time on it when necessary. 6 x 6' @ 10k Effort w/ 3' Recoveries

I was nervous about this one after not doing any workouts last week and not doing much running. I was quite tired and slightly dehydrated and had a few drinks last night (it's break, so I decided it was okay), so I wasn't sure where things would land. Mostly just lacking confidence, but it was quite cold and the workout went very well. I figured starting around the low 6:20s and cutting down would work, but ended slightly faster. 

6:17 @ 171 BPM, 6:14 @ 174 BPM, 6:12 @ 176 BPM, 6:12 @ 175 BPM, 6:10 @ 177 BPM, 6:09 @ 179 BPM

Averaged 6:12. I think this is probably close to current 10k pace. My HR was definitely elevated but not bad. I am sure that my current 10k pace is faster than 40' as I think I was around 41' or so for 40' @ half marathon effort 2 weeks ago. 

I was happy with how this went. I could have done the extra 100 meters or so for the full mile. 3' recovery jogs were plenty. I was definitely working. Not dying, but it was an honest effort.

50' @ Half Marathon Effort + 10"

Good weather. Cool, but not cold. Decided to do this on one of my regular run routes and do it twice, which I have done before. I figured I could get out in the 6:40s and run pretty comfortably and that would be about right. I found it hard to establish rhythm on the route with a grade changes but that was the point. Took a while to wake my legs up from the longer ride but then I felt quite strong. I started around 6:50 pace and worked in the 6:30s toward the end where it was flat to slightly downhill. Only have a partial list of splits as I just used my lap function and Strava. One two mile segment was 6:38 pace and has a decent about of uphill, with an adjusted pace of 6:33, so I am feeling pretty good.

A lighter week this week as I did 17+ hours and I have a 10k next Saturday. I will likley do shorter easy runs, no midweek workout, and either very short second runs on 60' on the trainer (the most likely)

Did a loop headed east on some of the Thursday Night Dirt roads and went after a KOM, but missed by 3 seconds. Maybe gave up a bit early, but my legs weren't feeling it. Still set a 1' personal best for power. Had a good ride and the roads were in really solid shape over there. Lots of rain coming in this afternoon and evening, so I am sure they will be a mess in places that were graded. Doesn't look like any good weather for Sunday anyway. Next week it looks to be in the 60s, so I will likely try to ride a bit in the afternoon even if it means cutting down on running and doubles. I seem to go back and forth with this. 

Probably a bit much before a running race but it was mostly quite easy and my running mileage has been cut back this week.

HR a bit elevated but I was a little anxious about being back to pick up the boys and I was ticked about the way the dermitologist's office didn't call me back concerning a biopsy. Running around 3 hours after a 2 hour ride didn't help.

Weather looks solid for tomorrow. Not thrilled about a 10k race being at 8:00 when I have to travel almost 90 minutes, but I will make it work. 

I've been out of the habit for too many years of writing down goal times for races, but I guess maybe it is time to start.

Short report, the race did not go well. This was my first 10k since October 2018 and only my second running race since that time.

I got there at a decent hour and got in a good warmup of 35' including a half mile at marathon effort, two decent strides, and approximately 2' at race pace. Then the race started 20' late, which was not ideal as the temperature had dropped a good bit from 50 or so to 40 or colder and it was damp and windy. 

Got out decently as I didn't see that many 10kers and most of the faster guys were doing the half. Thought I was in the lead at one point and looked at the guys bib and he was a 10ker. I started to press a bit and pass him hearing him breathing. I felt like I could go faster if my legs wok up but they din't want to move much faster than low-6' pace. My shoe came untied twice and my hands were so cold that it was hard to tie them. That was around mile 2-3 and I pretty much had had it at that point. I felt foolish and amateurish. I ended up passing the kid again at one point, but we hit some solid hills and toward the turnaround I realized there were at least two people in front of us with a good lead, so then I really didn't feel like racing as I was getting trounced and my time was not working out. Managed to die a few times and kept going. Mentally I was not into it and I felt I prepared well. Oh well. 

3.8 up, averaged 9:14. HR 147/4.2 down, averaged 9:54 (HR 136)

6.29 miles @ 6:29. HR 176. Likely a few beats low with the shoe tying nonsense. So the effort was about right.

A few weeks ago I did 40' @ 6:34 pace and I also did 50' @ 6:44 pace, so I figured 6:20s or faster would be doable. Not today. Oh well. I was frustrated at first, but then just moved on and got in a solid cool down and got home before lunch. Had a solid nap. 

I have a half marathon the first part of June and plans of running that in the low 1:20s is going to take some serious work, but workouts have been great.

Sorry you didn't hit your pre-race goals (but I'm impressed you called out goals, given how long it's been since you raced. That took guts.).

I hate it when races start late! You/I/Runners have a system for race -prep. And if that is blown up by a late race start, it is really hard to bounce back mentally from that.

You're going to do great in the half.

I took a few top 10s and wish I would have really jumped on some of the segments, particularly the one where I think I had a tailwind. It is hard to tell as in the midwest you can turn in three directions and still feel like you have a headwind. I was pretty happy with the pace and effort.

20' Tempo + 6 x 1' On/Off

Around 6:30 pace or just a touch under. Started the first 5' @ 9.2 thinking I would cut down, but I bumped it up to 9.3 for a bit, then I hit the emergency stop, which shut the treadmill off but kept my place on Zwift. I was tempted to quit as I was struggling a bit with concentration. I was monitoring the boys' nap, which makes it harder to focus on harder efforts. I jumped back on as soon as I could grab the key and reset. Worked though it. I think I backed the pace off back to 9.2 somewhere around the 15' mark but I can't remember. 

1' efforts were at 10.0 MPH and they felt very fast. I ran 6' @ a time at just over 6' pace outside 3 or 4 weeks ago and this felt harder. Sometimes the faster end of stuff on the treadmill feels very fast. 

This was the first workout on the new treadmill other than easy runs and some strides and the setup is essentially perfect. This gives me a good sense of effort. My HR wasn't crazy high by any means, but it did get up around 180 for the last few minutes, which is about my maximum sustainable HR for too many minutes these days.

30' @ Half Marathon Effort

I was quite hungover, so I wasn't sure how the workout was going to go. I figured on a good day the effort would be in the 6:20s or slightly slower to start, so I might have been overly conservative, but I ran pretty much right at 6:35 or a bit faster for two miles and slowly increased the pace and ratcheted it down the last 10' or so. Finished feeling like I could have pushed harder, but my legs weren't turning over. Averaged 6:30 @ 167 BPM. The last mile was around 6:17 according to Strava, though I didn't take any mile splits.

This week on the treadmill 20' @ that pace was too much and I barely hung on today outside it felt like strong marathon effort. I will be anxious to see how the 20' effort @ 10-mile effort goes this week. Next weekend I will do 35' @ half marathon effort, so I am hoping to be roughly 5-8 seconds faster than this week and I won't be drinking the night before.

A solid running week. I didn't ride as much as I have been, but I did get a 1-hour ride and a high quality three-hour ride, so that was good. Boys are home this week, so I will have to figure out how to get my doubles in. I really don't want to get up at 5:00AM.

Had a decent sense of pacing and effort for this witht he weekender last weekend. I was hoping to get into the high 6' teens, but didn't quite get there. Effort was on though. It started to get a little tough but not bad. Perceived effort was maybe a little high in relation to heart rate. Averaged 6:23 @ 172 BPM. Just over 5k. Took a 5' jog and did the 12 1' efforts. Long ride with some work in the middle. Decided to get something longer in as I am at a spot in my grading where I can take a quick break before getting going. This ended up longer than I intended but it is just the way it worked out. In the 40s with what was supposed to be lower wind, but it found me everywhere I turned. A mix of pavement and dirt with a bit more pavement than I would have liked, but it was fine. I planned around 4 hours or so but it got overly long. Did a 100' effort in the middle in tempo range/zone 3. I wanted to do 2 hours at that effort but just got kind of tired and muscle fatigued. It is actually a long time in that zone for a non-race situation. I did get tired on the way home but it wasn't too bad. had it been June or July the last 60' would have been painful. Roads were in decent shape, but a little rough. I had a bit too much pressure in my tires as I pulled it from the garage and it was colder in there than outside. I usually let them aclimatize a bit, but was in a hurry. Better than being too low (in most situations). 

Legs were achy after the ride but sorted out after a little bit. Longest ride in some time. I think probably since September when I did a bit over 100 miles.

We took the boys to Canterbury Village to do the helicopter egg drop. It was equal parts exciting and anticimatic, but glad we went. I was quite pleased with the apple fritter. Definitely big enough to share, which I did with the boys.

Yep. We have had a good early season of gravel and much less snow than you get there. I actually prefer it now than in July or August! I am not usually in this kind of shape in March.

35' @ Half Marathon Effort

6:29 pace @ 166 BPM. A solid workout. Felt decent at the start but after 20' or so my quads started to feel like concrete, most likely still recovering from the long ride on Friday. It made cutting the pace down difficult. I was around 6:30ish for most of the effort and the last mile was I think 6:25, though that was given by the Garmin notification.

Insanely nice weather for April. Sunny and 73ish. The boys went in their kiddie pool in fact. Run was therapeutic but challenging even at a slow pace, but it was good/necessary. 

This will be known as The Day of Turning on the Fountains. The boys and I went to the park and the fountain service was there and I figured out the process of turning on the subdivision fountains. I thought they were testing water quality or something until I saw the rowboat on the top of the truck. It was fun to watch the process and the boys got to see the fountains turn on. They were excited for that. One of those weirdly memorable moments that you cannot really explain (far less to do with the fountains than being together).

Got some of the rest of the year planned out for running races, which has me excited. I might jump into a 5k or 10k or two this summer (just winging it to test the fitness) with the aim to run a halfway decent half time (I really need to get back under 80') in September and to run a 50k at the end of November. The same race I pulled out of in 2019. I have been trying to do an ultra since I moved to Michigan and I think I have been signed up for at least two since early 2017. Let's see if this sticks. It has me motivated. I have been motivated, but I need something a little more than just getting fitness back and trying to bring my half marathon times back down.

Grading is coming along, but it is going to be challenging as we are headed to Toledo early in the day Saturday and won't be back until Sunday late afternoon. Megan has a race on Sunday. The race is usally the previous weekend.

20' Steady

First workout since maybe the end of March, so a light one to get back rolling. Quite warm, but breezy and dry. A gift really for the last day in April. Averaged 6:50 @ 166 BPM. Picked it up a good bit in the last 3-5' as I was averaging abot 6:55 for most of the faster interval. I think the last mile was around 6:36-6:38, but that was a notification from my Garmin after the run, I don't really have splits. 

A lot of work to do for my half marathon in a month, but I am just seeing what I can do in that time without killing myself by pushing too hard training for it. It will give me a sense of fitness and just kind of adjust training for the direction for September and the rest of fall. I am down 8-10 lbs from November so I am hoping that will make a difference. I really do not want to run slower than I ran in November.

Last night I decided I wanted to ride in the morning and maybe run in the afternoon time permitting. I got out later than I planned and back a little later than I planned, so I decided to skip the run as Megan was with the boys all day. It was beautiful out and I had a good ride. Picked up a few new miles. Roads were in decent shape. I tried to take in nutrition at a sensible rate as I had only eaten a banana before leaving. 3 bottles was plenty today. Got a little warm at the end (into the mid 70s I think), but it was quite comfortable. A very nice start to summer. 

Looking forward to my first Thursday Night Dirt of the season tomorrow night. Last year I did 5 or 6 before the semester ended. Didn't work that way this year. Not sure how many official rides there have been but they have definitely been taking place.

Good ride for the first one of the season. I got dropped going through the Proving Grounds as a gap opened up, but another guy and I worked together and kept the effort going. We didn't really slow down, but the others really hammered.

I was pretty hungry when I got home. Weather was warm, but not humid and I didn't take in a ton of fluid. Looking forward to these this summer. I wasn't sure if I would make it weekly, but it looks like I might be able to. Since I will be riding only 2-3 times per week it makes sense to do this and to probably do A group to practice faster riding in groups and bring my fitness level up a bit.

Got up early to get something in. I was going to run on the treadmill, but find it hard to focus on running while the boys are stirring in the morning, so the trainer it was. I ended up doing a hard effort for 30'. I thought that I was doing a course for the second time, but it sent me on a different route, so I didn't get the full data, but it was 30' @ 289 watts, but I don't have the HR data. It only peaked at 167, however, with a good deal of it only in the 150 range. Cooled down to 70', so about 14'.

Decided to just get the weekend long run/weekender in. Slightly humid, a bit warm, but overcast with a few very light sprinkles. Pleased with how this went off not much sleep and a slightly hard morning bike session. 30 up/30 down

Finished the last mile in 6:34. Felt quite strong. I think things will start to turn back around now. I expected to struggle with the warmer more humid weather, but it went well. Hopefully I don't get blasted this summer when the conditions are much worse, but I will likely just be on the treadmill.

Good recovery on the Polly Ann for the first part of it. I ran most of it with my HR averaging in the 1teens, which was good to see even if the pace was quite slow. I actually find 10' pace to be perfect for recovery. Legs were tired from the double bike/run session yesterday but I just let them do their thing, which is really all a recovery run should be.

Spring R&R 57-Mile Course Recon + Warm Up and Cool Down

I realized there was a gravel race next weekend that is about 20 miles or so north of us and it begins on the Lapeer County section of the Polly Ann about 20 miles out, so I figure why not ride to the course, do the route at a steady effort, and then ride home for about 100 miles as I have been trying to get a hundred miler in for my spring into summer mode. This worked quite well. 

I bought a new hydation pack as my old one just didn't function as I wanted it too. This one worked out much better. Less bulky and more comfortable. Kept the effort pretty steady at 18.1 and 238 watts with a heart rate of only 147, which was quite good. The course is 99% dirt roads and most are in great shape. The Polly Ann should make for a very interesting start and finish.

Toyed with the idea of maybe doing the 35-mile race, but we shall see. They also had a run/ride combo, which was kind of cool, but I am not sure I want to do that though probably should just to wing it. 

I had two 18-20 oz bottles of electrolytes and about 70 oz of water in my hydration pack. I think I took 4 packages of Cliff Bloks. My energy was generally very good throughout and felt like I could have gone longer but my butt hurt and I was a little tired, but I definitely had fuel to burn. 

This felt overly indulgent for a Monday, but the boys were in school and I got back in plenty of time to pick them up.

Got in a recovery run as the boys went to their friend's for 2 hours. If they go, they usually go on Wednesdays, so this was a nice way to get in an outdoor run in the morning on a Tuesday, which I haven't done in many months. Legs were tired, but not sore

Legs were moving along a bit better than in the morning. Felt good, especially as recovery pace is creeping through the 9's. 

The boys were pretty good most of the day, but just before dinner they went off. Just very challenging lately not listening, throwing stuff, including toys and food, slamming doors, etc. Very stressful.

20' + 10' Steady 

Got up early as I had to be on campus for faculty advisor training. I wasn't really ready for a workout at 7:00, but felt very solid once I got going. I figured about 6:45-6:42 on the 20' but hopefully faster and 6:35-6:32 on the 10' but hopefully faster. It went quite well and I was pleased. Air was damp but quite cool. 20' @ 6:35 pace @ 166 BPM and 10' @ 6:22 pace @ 168 HR. I would say that this is roughly half marathon pace with a 2-3 day taper. I have three week until my next half, so I will see what work I can get done between now and then. Not a lot of time, but still able to get in at least four quality sessions and the longer runs of 100'-120' should help. 

5' jog between intervals. 20' up and 15' down as I was running short on time.

It was threatening to rain but still headed over to the middle school because I didn't want to look on Strava and see that 30 people rode and that the roads were fine. When I got to the parking lot I didn't see anyone but then saw a small group. The shower had passed and we decided to feel out the dirt roads. They were ust lightly damp in places and the pavement at Stony would have likely been just a bad I imagine. So we rolled and there was no rain and the roads were quite good. The effort higher than I expected as I did some pulling and we did a little good-natured racing. Loop data = 234 watts, HR 147, 19.3 MPH

Spring R&R 57 Mile Gravel Race

18.2 MPH, 250 Watts (259 Wighted) HR 155.

This was the course I did on Monday. Cold to start and it had rained a bit the night before and in the morning. The roads were okay in places but a bit gritty in others and we did get a little rain during the race. Overall, I was only about two minutes faster than when I did the course on Monday, but the conditions were slower. Just kind of diappointing becaause, like running, you should be running (riding) close to what you do on race day. My average power and HR were a good deal higher, so I know the effort was higher. 

I needed to get out with the lead group on the single file section to start on the Polly Ann. I need to be more aggressive at the start of a small race. 6 or 7 guys were out front and there was a guy ahead of me that let a gap open up and that was the last I saw of the leaders. A few guys passed me and we traded the lead for a bit and barked at one guy, apologizing after I realized he was on a single speed and that is why he wasn't able to maintain a constant pace. Still, it was pretty annoying as I wanted to work in the group of three we had. 

I ended up dropping one of them and working to catch the chase group I eventually could see ahead after maybe the halfway mark (I know if was just after crossing Rochester Road that I could see them). I knew one of the guys in that pack and one was a teammate that I didn't recognize. We worked together for a while, but I really wasn't happy with the pace as I was working, but I didn't feel like I was at full race effort. It started to rain and things were kicking up and I could hear people's rotars complaning a bit. On one of the last northern headed roads we started to drop two of the guys, so I went and started to press a bit. The other guy came with me and stayed on my wheel for a while as I could sense him there every once in a while or see him. I decided I had pulled him enough and then started to put power to the pedals and press and dropped him and then kept pressing and eventually I didn't see him. I knew my placing was decent but I wasn't sure how far up I was. I assumed top 10, but had no idea. 

I really got a solid effort in in that last few miles and never really slowed. It was cool, so I didn't have much sweat and I got in two gels and almost all of my 34 ounces of Maurten 320, which I would kill to have access to in a marathon!

The last half mile is on the Polly Ann and it was exceptionally greasy, which I was planning on. Finished slowly on the last grass section, apparently 5th overall (a very small race). I did manage to put 2+ minutes on the next guy and a few more behind that. 

Quads were complaining a bit, but I cooled down for about 20'. I managed to lose my car key, somewhere in the car I think. Looked everywhere. Called Megan and she brought my valet key. I was pretty mad at myself. Oh well.

First gravel race since I think July or August and first bike race since last November. I think I am more comfortable on the bike and definitely fitter. This was toward the tall end of what became a 21-hour training week, so I guess this was pretty good.

Got up with the boys so Megan could sleep. Took the boys to Home Depot to buy flowers for Megan and we went to the grocery store. Took a nap. Worked in the yard for a while. Got the run in late, but still wanted to do my long run workout even after the bike race yesterday. It was warm but dry and really just beautiful for Mothers' Day. I figured I would be somewhat slow with the warmer weather and very tired legs, but things went quite well. I started around 6:50 maybe for the first mile and then mostly worked in the 6:40 range with the last two miles around 6:36-6:39. 

30' up/30' down.

This was pretty solid at the end of a 21-hour training week. I am unsure of when the last time I went over 20 hours. Maybe in 2018 or 2019 in the summer? It was an odd week of stress workouts and recovery runs mostly. Monday I did a 100 miler. Tuesday 2 x recovery runs. Wednesday was a midweek workout and a recovery run. Thursday was a recovery run and a 3+ hour ride with a steady 100' portion. Single easy run on Friday. Bike race Saturday and long run/workout on Sunday. I will definitely need very easy recovery on Monday and lighter than usual efforts other than my regularly scheduled workouts.

20' + 15'

Based on last week's midweek and last weekend's weekender, I figure 6:28-6:33 would be about right with 6:28 being a bit more than the prescribed steady effort. For the 20' I did 6:31 @ 169 BPM and the 15' which I wanted to be around 6:18-6:22 was 6:23 @ 172 BPM. I started the 20' interval a bit steadier than last week and basically kept on it rather than progressing, which worked fine. A bit higher HR on both interval this week (though it would be higher for the 15' because it was an additional 5'), but not bad. 

Weather was pretty ideal, though getting slightly warm on the 15' interval. Not looking forward to when it gets really hot and humid, but I am taking the weather and ticking off workouts for now. I think with a 2 x 20' effort next week I will have a good sense of what I can run in a half. Hoping to have both intervals right at or under 6:30 pace. I'm not sure where this leaves me exactly because last fall I had almost no workouts from mid-September  until by November half marathon.

Easy mixed roads loop on the Polly Ann and Oxford and Independance Township. This was more appealing than a 4-mile shakeout. Last week my legs just felt dead after the workout. It was definitely a very manageable pace and basically recovery effort except for a few efforts up Dequindre and racing down Sheldon. My new light works quite well. It should for the price. Really enjoyed the ride and the relaxed effort.

Planned on about 100 miles or so, maybe close to 118, rerouted a turn for a few miles and this is what I ended up at! Yehaw. A good ride. I started at 6:25 in the morning and new I had to keep a good pace to finish around my projected time. Course didn't have a ton of elevation gain, which was fine. I wanted to try to keep in close to 18 MPH if I could and without killing myself.

I picked up 70 new miles, which was great. Lots of country dirt roads and fields. Almost no potholes and minimal traffic. Just how I like my gravel riding. I tried to eat quite frequently, taking in a package of Cliff Bloks just before the turn of every hour (between the 45'-one hour mark). I had a Cliff bar for breakfast and a Cliff bar around 4 hours or so. I had most of the two bottles of Maurten 320 I had and around 20 oz of LMNT mixed one pack per 32 oz. I had around 70 oz in my hydration pack and drank 50-60 I would say. It got tiring toward the end but overall felt great and fueling was about right, though I think I would have eaten the Cliff bar earlier and had another one with me just because. 

Definitely my longest ride by time and miles. Weather was foggy and humid to start and a little bit of sun and warming up toward the end but not bad at all. I imagine these hundreds will be more difficult later in the summer, but I will try my best to cherrypick the weather and will keep in closer to 100-105 miles, so that it takes me 6 hours or less (I went through the 100-mile mark in about 5.5 hours I think).

50' Steady

I decided against doing this workout yesterday, the day after I rode for 7 hours. It was getting quite warm, but I figured if I ran truly by effort, then I would survive. I warmed up longer than planned (just under 40') as I wanted to run on a new tempo loop I was testing, which measure just under 3 miles. The loop is very nice in a very nice neighborhood and it is quite flat and safe (only probably is the distance to get there).

In ideal conditions I was hoping to run under 6:40 pace as the last few weeks I have been dropping of a few seconds average as the time has increased and last week was around 6:42 I think. I knew that if I tried to run that today I would blow up in half the time of the workout, if not sooner. I thought maybe 7:00-7:05 to start and cut down, hoping to run about 3-hour marathon pace. I never got there, but I kept the effort right, running 169 BPM average and 7:16 pace. I was pretty hot and tired by the end and wasn't looking forward to the long cool down home as it was looking to be longer than the warmup given where I finished the faster section. 

I stopped for some water at Friendship Park and figured that the water fountain that doesn't work has apparently just been replaced by a newer one inside. Why they don't tape off the old fountain that hasn't been on for a few years that I know of is beyond me. I hit 2 hours 10' and then walked for 34' @ 96 BPM to finish off.

This is probably just a touch lighter than full half marathon effort.

Planned on a good 4-5 hours, but my pace was really solid through the first half as I was averaging in the upper 18 MPH range, so I figured 100 miles would be aroudn 5:20-5:30 so I  figured why not knock out another hundred this month. On the way back I got some solid winds that made portions unpleasant, but eventually settled into a rhythm. Hit Orion Oaks for a lap around 92 miles and around some of the the neighborhood roads to round it off. Felt a bit sluggish after 60-65 miles, but felt better a bit later in the ride. I don't think I ate or drank enough. I did do a 10' interval at 4 hours 30', That was 278 watts (284 normalized) 20.7 MPH HR 166. 

I think that is three hundreds this month. Last year I did 1 and I had only done 1 one other time in 2020. They are definitely getting easier.

Met up with one of my fellow Lake Orioners on the way over as I took a different route as my typical cross roads had been graded or sprayed or both. It was nice to chat. Decided to do A group and we turned into the group as they were headed up Sheldon. I wasn't sure how my legs would feel after running a bit steadier than I typically do in the morning on Thursdays. 

Moved up in the group so as to be able to draft but not have too many people around me. Moved up more as we headed up Dequindre and took a turn pulling. Intended to pull off for the next guy to pull, but a small group came by and I couldn't. I guess my pace was too slow or something, so they went by and the group latched on to them and a gap formed into the Proving Grounds and I never recovered. Ticked me off, but I guess they really didn't do anything wrong, just didn't seem proper. So I still ended up getting dropped in the Proving Grounds, but did better staying close earlier on. I think I will just need to be more aggressive. 

I played chase the entire ride and actually kept the pace I was on, even speeding up as my averaged speed kept climbing to over 19MPH inlcuding the ride over, so I knew I was solidly above 20MPH for the loop and hoping for 21-22. My power also continuted to climb out of the 250 range into the 260 range and up to 265, which makes sense given I was alone. My legs felt incredibly strong and I could have pushed even harder, but I was around 160 BPM and figured I was already working decently and didn't want to make it too much of a race. I was pleased with how I was able to push solo and never slow down.

I signed up for this one back in February I think or maybe earlier. In recent weeks I had hoped to run around 1:25, but knew that would be tough, but maybe running high 1:25. I definitely wanted to come in under what I ran last fall as I wasn't in good shape, had had almost no workouts in 2 months, and had no significant long runs. Well, I just didn't get there for the race. Tried to go out in the 6:40s and work down, but I didn't get there. It was incredibly humid and I worried I would cramp. Kind of phone it in slightly a few times, but kept a decent effort overall.

It's a point-to-point with a shuttle, which made race logistics a bit challenging, but I lined up for the bus an hour before race start and was able to get in an almost 15' warm up. Really I needed at least 20-25' if not 30'. Race got out fast and I let others go as I wasn't interested in blowing up. I thought with the opening miles I was in for a decent day, but the slight inclines and false flats had me struggling to find an extra gear. Some solid hills at mile 8 and 11 and the finish is almost all uphill (very unkind). I got passed by a 53-year-old woman in the final quarter mile, passed her, and then the crowd cheered and she almost outkicked me, but I didn't let it happen as I was feeling pretty prideful. 

I ended pretty frustrated with my fitness and wondering if trying to get back into running shape is worth it rather than just running to run and because I still do enjoy it. I don't know. I just feel like I am regressing and running times I ran in 2011 and I am just not interested in doing that for much longer. I am going to give it until September and race a half and if things don't turn around I am likely done road racing. I'l do bikes and ultras.

Cooled down a bit, but apaprently stopped my watch about 2 minutes in and couldn't find much flat to run on and didn't feel like running so I just walked back.

I think that's a great finish time! It's all relative, but the feeling of outkicking someone at the end of a race is worth it. I'd like that feeling once every day if I could get it.

I did the long haul version of this race last year and it was an epic disaster. I wanted some redemption, but decided in the last day or two before the race to do the shorter version as I had some teammates doing it. I wanted to be close to 21MPH especially after doing that pretty much solo the other week, but there are some "farm sections" to the race and it slows thign down considerably (one segment is across a field that is super rough from cow hoof prints). I ended up having a decent race even if it wasn't quite what I wanted. 

Lost contact with the lead group pretty early as my legs felt like concrete and just wouldn't fire. Managed to get into a group and worked to start catching people and building the group. I took long pulls trying to establish the pace I wanted and tried to encourage the group. I wanted to move faster and got inpatient a few times, which might have been against etiquette. I couldn't really just drive in my pace as you really do need to work with people in a race, unlike a running race where if the pace is too slow, you just go. I started to feel pretty strong, particularly in the second half. A few others did well to take the lead/pulling etc. 

The farm sections were "fun." You could tell the mountain bikers as the bombed the farm trails. I was content to rip their legs off on the wide open dirt roads (more my domain). I ended up at the back of the group going into the finish and didn't really sprint but could have and probably should have just for effort sake though sprinting for 40-50th place sometimes seems dumb. 

Takeaways:

1. Need to get to races earlier to ensure proper warmup time (problem lately for bike and running races)

2. Line up as close to the starting line as possible, especially when teammates are there

3. The first few minutes are a littler hot but settle down, so the early hurt levels off

The race left me ready to do some more races. My running race last weekend did not leave me ready for another race. I will have to think that through.

Got up with the boys. Took a nap while they napped. We went to Canterbury Village for a superhero event. I was going to do the whole Polly Ann with some bonus dirt road miles on the way back and try for a 6-hour 100 miler on my fat bike, but that sounded too painful, so I planned on maybe a hundred miles on my gravel bike, but couldn't be bothered to get out of bed. I finally got up around 9:40, which is rare these days (though Thursday night I did sleep for 11+ hours). I didn't get out until a bit after 11. Decided on about 4 hours headed east, but my pace was good (right around 19 MPH as I was coming back west) and I had extra time if I needed it. I took it.

Started to die a bit around 80-85 miles, but it was getting warm and I was running out of fluids. Stopped a few miles from the house and got some fluids and soda and meandered and capped off the ride. About 33 new miles. Rode through Memphis. I am not sure I knew there was a Memphis Michigan. I certainly haven't been to or through it.

I saw a few deer and an unsual amount of woodchucks, which are not rare but wre strangely active today.

I had intended to get in 60-70 miles of running, but with a day off and two long rides I did't get there. Skipped my long run too, which was only 90'. It is going to be very hot this week, so I imagine I will be indoor training for most of it, which is fine. This is reason #267 I spent 4-5k on a treadmill and why I spent what I did on the indoor smart trainer. Doubles indoor do kind of suck though, but I have done it.

I was going to do a workout or longer easy to moderate progression of 90' but I didn't leave myself enough time as I wanted to tidy up the kitchen and family room. It's been steamy outside and we got a downpour not long before the ride. One of the roads I was on was flooded on the way over. Got a ride across from one of the Main Street guys who was headed to the ride. The dirt roads were super puddled in places and a good deal of debris from the winds, but the roads were solid as we headed east. Lots of run in the dark on some rough and wet sections of road later in the ride. The pace was communal, which was fine with me as it is nice to have a very easy roll. Route was around 61 miles, but with riding there and taking a long way home I was just under 100. Originally I planned on a hundred miles, but I got a late start and it was very hot and muggy at the beginning. 

This was a long day of training! I didn't get home until 11:30. I made myself a sandwhich, watched part of an interview on Youtube and fought sleep and finally gave up and went upstairs.

Pretty good ride. Weather is a bit more comfortable and it is really nice to be able to ride 16 on mostly dirt roads at endurance effort. It is like running in really heavy trainers. My power meter pedals only needed new batteries.

Took my Crux to the shop as the headset bearings are locking up. Not sure if they just need lubricant or if it needs to be replaced. Chain actually has life left in it, which is good. I think the drive train has more life left on it as well. I broke down and bought a new saddle, which is one of the more expensive parts (other than wheel sets and the like). Took the boys with me. They were quite wild.

Polly Ann to Orion Oaks. One warmup lap and then a hit lap, which was decently fast and felt good enough for another lap, but flatted. I got a stick puncture, which must have been what was hitting my frame. I should have checked it sooner as it beat the frame a little bit. Managed to remain calm and got a plug in the tire and hit it with two co2s and slowly finished the lap at an easy pace and headed home. It is amazing how such basic technologies as so effective. Such a puncture would kill a race but at least you can continue riding or get home if you need to. 

We took the boys to the zoo earlier in the day. We had a good time.

8 Miles Steady

Warmed up progressively for 5 miles, then ran 8.0-8.3. Goal was not to press but keep the effort and HR in the moderate to slightly uptempo range, maybe touching marathon effort, but not going to deep that marathon effort became aerobic threshold. On the treadmill with dry cool air there isn't much cardiac drift, but I still progressed quite slowly just to keep the effort dialed. HR averaged ~161. Average pace was around 7:22/23. Cooled down 2 miles. Definely the longest run in the basement. I could have kept going but this is a solid starting point. I have bumped up around two hours the last two years and run I think as much as 2 hours 20' since I have moved back to more focused running. I will try to keep my long runs up this way through the summer so as to continue building them in the fall.

This was no doubt faster than what I would have done on the treadmill (planned to start around 8.3 or what I think is 7:15 and finish up at 9.1, which is around 6:35 or 6:38 pace). So faster through the early part and about on target for the end.

I was pretty tired at the end. I haven't done a sustained workout at this effort for some time. I probably could have gone a touch easier, but the effort was on par with what I have done for this workout in the past, going on a decade or so now.

I looked over a few blog entries from this time in 2015 looking for magic formulae. I do look back at entries from time to time. I do feel like I am not moving forward fast enough and I am running out of faster running years, so I am doing what seems to have worked in the past until I need to change my approach I think.

Did 4 hard laps of the Volcano Flat course in Watopia: Lap 1 = 283 Watts @ 153 BPM; Lap 2 = 281 Watts @ 161 BPM; Lap 3 = 284 Watts @ 164 BPM; Lap 4 = 287 Watts @ 168 BPM

Watched a video on gravel racing and how workouts and racing are different than other kinds of racing (aside from the obvious) and it brought up some metrics that made sense to me, similar to the way that in running we have a 2-hour pace or aerobic threshold. 3 hour pace is marathon pace for relatively fit people and 4 hour pace is about 50k pace for relatively fit people, so for longer events it make sense to to think in and work with these metrics.

I had planned a longer ride, but was tired and took a very long nap. I was going to do a wave tempo that I have done a few times in the past few months, but decided to keep pressing if I felt good and my HR stayed down to keep it steady rather than floating the recovery laps at tempo. It worked quite well and I set my second best power for 1 hour @ 283 watts. I have only gone higher in Zwift race. I was pleased with the effort. I might have been able to do on emore 18' lap, but not sure. Definitely not 2. I will use a different course when I do this again I think.

I was supposed to do another 6' interval but I got 1' in and called it. Just lost concentration and confidence. Maybe could have started a little slower, but even with a lot of treadmill running lately anything faster than steady aerobic to marathon effort is a bit hard to dial in. I should have known to start at 9.0 and work my way down. That would have been doable and just about right. 10' intervals were at 9.3 and the 6' was at 9.4. I didn't take laps for the intervals so I don't have an exact HR but it was getting to around 177-180 BPM on the last one. Sometimes I can grind at that effort, other times I just cannot hold the concentration (usually not a legs or lungs problem).

Looked like crazy storms coming through, but I managed to avoid them by riding in the other direction. Part of the Polly Ann was closed for maintenance, which was actually a good thing as that put me in the right direction to avoid the storm I think. 

Warmed up 45' and then just gave it an effort. I was trying to maintain the same power as past Friday on the trainer, but that is much harder to do outside with turns and downhills and the like. This was definitely more race specific and you attack the roads with a little less caution than you sometimes do at endurance effort. 

Pretty please with the effort, as it suggest I can do at least this power for a 90' race effort and that for races of 30-36 miles, I really should be able to put out 270-285 watts. 162 HR seemed very manageable for a good deal longer. Short distance race HR should likely be high 160s to low 170s I think. 

Easy cool down to make it just under 3 hours. This was supposed to be a big block week for Watermoo the first part of August, but I don't think it will be that. This was still a good session though. I will try next week to extend it out to 90' or so and try to maintain a slightly higher power.

I slept quite late as I was quite tired still. Got through almost all of the workout except for the final 10' on cool down because the boys were getting up, which was fine as I got through the warm up, faster stuff, and 10' of cool down.

Progressive warmup into 10' each @ 7.9, 8.0, 8.1, 8.2, 8.3, 8.4, 8.5, 8.6. HR was 154-166, which was about what I was targeting. HR average for roughly the 10 miles was still under 160 @ 159.2. About 7:15-7:18 pace for the 80'. Next week this will extend to 90' so I will be able to get in a steady set of miles (about 12.5 or so).

Decent long run if quite slow but purposefully so. Drier air and somewhat cooler made most of the run very manageable. Went out the Polly Ann and through a few new subdivisions I have never run through to a few dirt roads that I frequent. Started to get a bit tired around 15-16, got a little water and continued on for a bit. Got to 18 and wanted to go a bit more but my foot started to hurt. Thankfully it is just a corn on my foot that crops up every once in a while. Walked about 30' home.

I felt okay after the run and walking home but when I got inside and some fluids in me I started to feel very depleted. I imagine this is just glycogen depletion from yesterday.

I wasn't too bothered by the slow pace as I was keeping my HR down and logging feet time. I do think it will take a long time to get in any decent shape ever again. I need to run more mileage. No way around that.

Solid session. I have been doing this session here and there over the last few weeks and I think it is a good one. I am not sure where you should slot it in bike training, but fall racing season seems like the place to do it, though I have seen it done during basebuilding as well. A few weeks ago I did 283 on the trainer for 75'. I did the session outside and did 269/277 normalized in mid-July. I was hoping to hit 290 or higher to set my best 1-hour power,  but didn't quite get there. The results were about where they should be though. HR was around the mid-160s I think. Not sure as I did 2 laps of Tempus Fugit for around 48 minutes and it was 161 for the first lap and 171 for the second, so maybe not even 165 BPM, which is solid.

Good day with the boys. Decided not to jump on the trainer and took a nap. Hard running 10 miles at almost 7 PM. Jogging is easy, but after afternoon coffee it is sometimes a toss up.

I was going to do a running workout or a regular run, but couldn't be bothered. I haven't been on my bike outside for about 10 days and the weather was cool, so I decided to get in about 3 hours or so. After 1 hour I decided to do a long tempo of 2 hours. 262 watts @ 161 BPM. Effort felt very sustainable as my HR was in the mid 150s for a large portion of it. I had trouble keeping the power up late in the ride, but it was mostly fatigue. My Garin started to die, so I stopped the ride and used my watch for the rest of it. Just a tick under 4 hours, so very indulgent on Tuesday, but the boys were in school and I only have a little work I am avoiding.

8-Mile Aerobic Builder 

I did this workout a few weeks ago and it was a good deal faster but the pace and effort were quite high. The effort today was quite controlled and where I think it is "supposed" to be. This is kind of a classic blog workout and I have used it many time in marathon training. It is a solid way to increase aerobic strength and get in a midweek medium long run. I will try to repeat this for about 6 weeks and hopefully get these back into the mid-6s. It's probably my favorite workout as you can mix it up a little and do it as a progression and you can do the back half close to or at half marathon effort if you are feeling good. Not much to write home about today, but it establishes a baseline. Still trying to get my running restarted. It feels like I have made some progress over the last two years, but at times frustratingly slow. It's time to press a little without being too crazy. 

I ran today's workout by HR starting in the mid 150s to high 150s and keeping most of the first half around the low 160s, which is quite sustainable for a long time. It is roughly first half marathon effort if I had to guess, but never had a HRM on during a marathon. 

Weather has been favorable, but I was still sweating a good deal. I'll take this effort after a bike workout yesterday. I am not sure if I will continue to stack midweek bike/run workouts or not. Probably a midweek run or ride workout, a long run, and a long ride with the option for some intervals is more than plenty. I just want to get it all in.

I told myself under no circumstances would I do A group after stacking a bike workout and a run workout. I stuck with it, but I am itching to get a solid fast group ride in. 

I met up with a guy from the neighborhood who was headed over to the ride. Knew him from Strava. Another guy from the area who does the ride also met up with us. 

I had a good ride. Tried to keep an eye on people and made sure some of the ladies didn't get flung too far off the back. Did a few efforts after the last climbs and raced a little bit. Couldn't let that go!

5k Tempo

Got this in at lunch while the boys napped. Decided to start my reintroduction to speed to do a few weeks of some threshold tempos, approximately 20-30' to see what I can do to improve my lactate threshold as I improve my aerobic theshold. Not sure if the approach is the right way to go or not, but it seems working on threshold will help me lay the groundwork for other faster stuff and the aerobic stuff will increase my aerobic threshold. I figure if I start moving the aerobic stuff down from 7:30-7:00 back down to ~6:30 and the lactate theshold from 6:35-6:50 to 6:15-5:55 I will get my strength and my speed back.

I wasn't exactly sure what to set the speed at. I figured 9.0 was probably too fast to start so I kind of worked a little bit to establish my effort. I started around 8.8 I think and dropped it ever-so-slightly. I wanted to ideally last 4 miles, but 3-3.1 miles were I didn't slow down while running at the right HR would be goal met. I did that. It started to get a bit hard the last half mile or so. Not impossible, but a lot of concentration. HR was getting into the upper 170s to about 180 at times. I went slightly over 3, so I think it was 3.1 in 20:50 or about 6:42 pace for 5k @ 171.6 BPM

I got in a decent cool down even though I had to stay on for a bit to make it to 10 total.

I am hoping to move this back down a good deal over the next 4-6 weeks. I think in cooler weather I could run faster outside, but time will tell. Really need to get these back into the low 6s or under. Trying to be patient, but I am just not getting back to where I want to be. I missed A group taking off, which was unfortunate as the roads were ripping fast. I could see them in the distance, but I didn't want to burn myself out trying to catch them going down Sheldon. We had a good group and pace. I took off going up the Dequindre Hill and thought I wouldn't have too much, but I felt great and really pushed. a PR for that segment by a good bit. Jumped onto A group as they went by and tried to pull some of them coming down Sheldon. Set my second best time on that segment. Not sure how I was moving faster previously as I was pressing pretty hard with fresh legs from not running at lunch.

10-Mile Tempo @ Marathon EffortAveraged 7:27 @ 165 BPM

I figured I would get my long run out of the way. Extremely humid, so I opted for the treadmill. I was going to do another LT session with some two mile repeats or maybe something by time like 3 x 10' around 9.0, but I thought it might be difficult to focus, so I did roughly what I had planned (an 8-mile tempo), but felt really good and decided to take it out to 10. I did the whole workout at 1.5% incline. I did not increase the pace every mile as I usually do. I was in the upper 150s for the first mile and into the lower 160s by the next, so I just kept it at 8.0 because I knew my HR would increase over time. I dropped the pace slightly the last 3 miles to 7:24, 7:23, 7:15. This was a bit slower than my 8 mile tempo outside recently but the effort was more relaxed. I had to crap the last mile or so, so I didn't cool down much. I felt very ill after for a few hours, which made me wonder if these efforts are worth it, but that sometimes happens when you do harder sessions in the afternoon. 

Pleased with the overall effort. I haven't done a 10-mile tempo in YEARS. I need to see where these go over the course of the fall. I won't get a long run in this next week if I do John's, but should be able to get a midweek workout in.

Warmed up 3 miles and decided to use the Heather Lake Tempo Loop as the roads are good, little traffic, and it is just under 3 (I think) miles. I wasn't sure what to target, but I hoped to run a bit faster than last week's treadmill session, so perhaps as fast as 7:15-7:20, but figured I would run in the upper 150s and not try to get too far into the low-160s (at the most) at the end.

Worked out perfectly. I kept an eye on my HR and it would bounce around 156-160 and that seemed about right for me. I started around the low-7:40s uphill and then settled around 7:30ish, hit some 7:20s in the last few miles, and then 7:17 to finish. HR was 163 for that last mile, so maybe just about marathon effort. Giving myself credit for 6 marathon pace miles. 

This is my longest run since we moved to Lake Orion and I know it is my longest since my last 20 miler, which was post-Iceman 2019, or about mid-November.

I think these were supposed to be a bit faster than 10-mile effort. Faster than half marathon but not 5k anyway. This was my first significantly faster workout in many weeks (other than a 20' effort on the treadmill recently). I wasn't sure what my pacing should be so I used a combination of HR and pace. I was surprised to see the pace drop as I went along. I thought maybe in the 6:40s would be good. I ended up faster than that.

A solid workout. Class at LTU went well, but then I got extremely sick after lunch. I thought it was odd I woke up after a short time for my nap. Food poisoning. That makes the second time this year. It was a rough afternoon. I managed to pick the boys up, but was sick here and there until Megan got home. Went to bed after that and slept through until the next day. Thankfully no activity in the night.

I wasn't sure I was going to make it in time, but my last class got out a few minutes early and I pretty much had everything ready to go, so I got moving pretty quickly once I got home. Ended up having plenty of time and caught the group coming up Sheldon.

A good ride, though I must have been tired as I was trying to turn too early several times. I hit the hill fairly hard, beating most of the group up them, including being just off the wheel of several folks who couldn't bear to have a guy on a pink and purple fat bike on the Dequindre Hill. If I had had a little bit better legs, they wouldn't have beat me.

Chatted in the parking lot for a little while, then a slow roll home. I wondered why I was going 7-8 MPH and putting down power and then realized my rear tire was flat. Hit it with a C02, which helped but didn't get it fully inflated. Continued to limp home. I think the valve stem was loose. 

Bike shop called and my gravel bike is fixed. $100, so not bad at all.

Scheduled for a long run with 16 miles @ marathon pace + 15", but it was actually very warm and even though I thought I was managing my effort (I still think I did), I had to pull the plug jogged a few miles and then just ran out of fuel and gave up and walked. I did manage 8 miles a bit slower than marathon pace to maybe light marathon pace.

My HR never got above a max of 167 and I should be able to run numerous miles at that effort, but I just felt like I couldn't keep going even though my stride and breathing all felt fine. 

I was somewhat disappointed as I hate to miss a 20+ miler when I have a log race, but I still got in the equivalent of a solid midweek workout, so I guess it isn't the end of the world. I could tell yesterday that I was probably a little low on glycogen, which likely contributed to it. I actually took fluids with me for the first time in years and a had a gel around 40' in but it was warm and I did not want to take any more. I need to repractice all of my fueling. I was going to wear my racing hydration vest, but didn't want the extra weight for this particular workout. Oh well.  

Cooled down 2 miles, refilled some water flasks and walked 3.5 miles home. Hate to complain about the weather as it has been spectacular, but I could have used more normal temperatures.

Not a great week of running mileage, but I got a solid midweek in and a decent if not complete long run workout in. Food posioning on Monday and still not feeling 100% on Tuesday definitely set me back. Decent week of cycling time, especially if I can get a long ride in tomorrow afternoon.

I tried to do some intervals at the 3-hour mark, but I ran out of safe real estate and they weren't anything worth reporting.

30' @ Half Marathon Pace

I wasn't sure how my legs would respond after 4.5 hours of steady riding yesterday, but I didn't want to do the workout tomorrow at lunch and Wednesday would have worked okay, but I want to do A group for TND on Thursday and I don't want to compromise recovery, so I did it today. I would likely have run faster on Tuesday or Wednesday and I definitely needed a longer warmup, but I just kind of went with what the day brought. It took a while to get my legs turning over, but they were good once I got going.

4.53 miles @ 6:37 pace HR 165.

I would like to have been a little closer to low 6:30 pace, but I spent the first mile just getting down to the high 6:40s. My HR could have been a little closer to 170 average, but this was much better than blowing up. The last mile was around 6:23 pace. HR only peaked at 174, when the last mile could have averaged at least that, but a successful workout.

It was getting dark and I wanted more miles, but this was plenty. Legs were sluggish and didn't want to move, but I was more than content to shuffle.

I thought I would make it on time, but the group was already ahead and it was a single group from what I gathered from a group who was slow rolling, so I chased the entire time, catching a few people, but essentially I turned the ride into a time trial, which worked quite well, but with a smaller A group I would have been much faster. I was really ready for A group this week, but oh well. Life is happens.

My heart rate stayed quite even throughout and never got above 168 coming up Dequindre, so I was pleased with the effort. It was challenging, but I wasn't fully 100% race effort. I think I could have pushed 290 if I had hit it a bit harder and was closer to the upper 160s.

I mixed my bottles to race strength, which I think helped because I probably took in 90 grams of carbs in 90' roughly.

14 Miles @ Marathon Pace + 15"

Planned on 20-22 total with the prescribed 16 miles @ marathon pace + 15". It was still a little warm, in the mid 60s and decently humid, but it was overcast for most of it thankfully. I did these on my faster workout loop because I had an appointment and didn't want to get stuck walking again this week if things didn't go well. The workout went quite well even though I didn't get through everything I planned. 

I lost 9.4 lbs/4.2 kilos of water weight during this run and had nothing during or before. I need to work on bringing a bottle, I just worry that that HOA Karens will remove my bottles. 

I felt very solid after a hard bike effort last night. My HR stayed very in control and I was content to knock of 7:20s, figuring I would open it up slightly in the second half and give it a bit more effort in the last 2-3 miles. I continued on the pace I set, and I just my engine at mile 16, so I called the tempo at 14 miles, figuring I would just jog and get my first 20 miler in since 2019. It didn't happen. Running 10' pace was a slog, so I just cut it a bit after 18. 

With fall-like weather I would have gotten through the workout and been able to run faster I am positive. My shoes were so soaked that my sock liner was slipping and bunch, something that hasn't happened to me in many years.

Bald Mountain South, Lake Orion High School, and Orion Oaks. Did one steady easy lap of Bald Mountain, one uptempo effort lap for a PR, and then another noodling lap that included the Lake Orion High School trails. I was able to get more or less the complete section of trails, or at least the full Jeep group segment. Took a top time on that even though I was moving very easy as that section requires a bit of focus to avoid trees, etc. Finished the rest of the Bald Mountain South lap and went to Orion Oaks, did a hot lap, and then a partial lap to exit. Took 6th overall on that. I think I had enough to take off at least the 13 seconds for 5th but I was trying to be careful of people as it was somewhat busy. 

A really good ride. Most of the ride was on trails and the rest was on dirt roads of the Polly Ann, so I only touched pavement for maybe a mile and a half at most.

A solid workout. The tempo loop is about a kilometer, so I knew I had about a lap and then 200-250 meters of running, which made it easier to focus. Overall, I wanted more volume, but my warm up was only 20' and the cool down was 17'. I dislike workouts being fewer than 10 miles, but I was also running out of time. I figured based on the workouts the last two weeks I would start around 6:18-6:20 and cut down, trying to get as close to possible to 6' pace by the end. Executed it perfectly.

Cool, but very humid and lightly foggy, so I was still soaked even after only 70' of running. HR only peaked at 174, so I wasn't going completely to the well.

I signed up for an 8-mile race this weekend. I don't think I will be moving this fast for most of it, but it is good to see I am back on track. I would be pretty happy averaging under 6:30, hopefully going through 10k in about 40' or under to get a sense of 10k pace as well as critical velocity and lactate threshold, so I can get to work on those.

Had to keep the pace pretty hot to get over to catch the group. A small but good group of people I trust, which makes my ability to really get after it much greater. It was a lot of fun. I did a ton of pulling, knowing what I can do by myself and just kept pressing. I think a few people were surprised by my strength. I just haven't been able to showcase it given that I have been late a few weeks and rode my fat bike one week.

I had thought about this race last year but didn't pull the trigger on it. A strange, but actually useful distance as for someone of my current fitness it gives me a decent sense of my untapered 1-hour effort and maybe tapered in 3 weeks run about the same or a little faster for a half. I was hoping to run faster, but this probably makes sense I guess. I race decently, but just don't have that extra push in me either anymore or because I need to learn how to race again. 

The course is fairly flat and at Indian Springs Metro Park. I warmed up 3.5 miles, did about a half mile at moderate to marathon effort and a few strides. Race was fairly uneventful. Things settled out and around 1.5 miles the 5kers turned around, so I had a decent sense of how many were ahead of me, but some guy gave me my placing two different times, which was nice. Ran behind a guy who had just stopped to tie his shoe and eventually passed him around the halfway mark. Ran alone for a good bit until I saw another guy with about 2.5 miles to go. I worked to catch him, not thinking  I could but also not doing a good job of using race tactics to figure it out (a simple count from a stationary point would have done it). I caught him and passed him on the hill as we weaved a little bit around some 5k folks. I passed him just before the top of the hill, where I should have pressed a bit more to definitively drop him. Still I put about 13-15 seconds on him in the last 90 seconds to 2 minutes. 5th place was almost 3 minutes ahead. The winner ran around 43 minutes, which surprised me.

I think my plan is to do Grand Rapids half in about three weeks. Not sure from there. I really need more time in a buildup for an ultra to do what I want, so I might try to get something on the calendar for mid-December, which is kind of risky for the time in the semester as well as for weather, but I don't know. I think I will continue with this buildup as practice and see how things go into early November and make a decision a bit later. I am enjoying the training, weight is dropping, and I am getting fitter, so I don't really see an issue. 

Got my COVID booster and flu shot today. So far no real side effects. If it hits me early tomorrow, then I guess the boys and I will be watching TV for the day.

A baselayer and gloves this morning. Pretty humid but chilly. Sunny and dry in the afternoon. I skipped my midweek for this week to recover from the race. I also wanted to get some cycling hours in with four weeks to go to Ice Man. I imagine when Thursday Night Dirt ends in another 2-3 weeks I will make Thursdays a run day to get my mileage back up. 50-60 is decent right now, but I plan to try to bump things up to 80-90 if I can after Ice Man and into January before dropping things down to about 70-75 once I start my faster track workouts. 

98% sure I am not doing the ultra track once again. I could be ready in a few weeks as I have enough base and a few long runs of 18-19 miles, but I would want to treat it like a marathon buildup and I really like to have at least 7-8 20+ milers and I don't get think I can get that many in. I like marathon-style long runs, so I will likely do some of those during basebuilding. Not 20 milers but maybe up to 18 miles. Good for the aerobic fitness and overall mileage.

Thursday Night Dirt

I got out of class a bit early. My foot has been hurting the last few days a bit. Metatarsal head stone bruise that happens once in a while, but it has been pretty painful. I decided to ride and if it really bothered me, I would turn around. It was actually fine. 

I thought I was late as I was chasing two guys going down Gunn. It turns out that the group was behind them and the extra 4-5 minutes I had from last week was enough. I turned around because I still didn't see them and thought they would catch me rather quickly. I jumped on the back on one of the Hixon hills and got settled in. The group broke up here and there going down Dequindre, but I was determined to ride the front of the group (well, until one of the young, extremely fast guys took off). I was hoping to bridge a gap that open when three guys took off, but the group wasn't too interested in closing, so that was our group. Road with some of the really fast guys and actually did some pulling, which felt great as I have felt ready for a few weeks. 

This was not 100% race effort, but portions of it were. I would say it wasn't far off, though my HR was not extremely high.

Overall a good ride despite some asshat drivers, one of whom told me to get on the sidewalk, even though they were on the other side of the road and not involved with my riding or being there in any way. I lit into them. Another beeped at me despite no other traffic around, in a school zone, with a dirt road starting in a few thousand feet.

Foot bugged me for just a few minutes at the start and then settled out. Riding seems to be better than running. I think I will ride again tomorrow and then run Monday. I think it will be fine if I don't push it and take preventative steps to deal with it, something I haven't done until just recently.

90' Wave Tempo: 15' SS/15' Tempo Float

Decided to do a workout. Wanted another three hours, but didn't leave quite enough time. Planned to do 2 hours of alternating, but in the last sweet spot segment, my legs just weren't firing, like they had run out of glycogen. Called it there and did 30' at honest zone 2 power. 

Needed to use a different course as the flowing, rolling hills made sustaining consistent effort hard and the power was a bit up and down. My HR only hit 161 for the high, so I wasn't pressing too hard aerobically at all. Some of the harder 15' efforts could have averaged well into the 160s.

Foot feels much improved. Ice and pain reliever has helped a lot. 

I think I am going to skip the Grand Rapids half. They want $135 and although I have the money and realized races cost money to put on, I am just not sure I want to spend that much on a race I'll run a mediocre time on. So I think I am officially at 12 weeks of basebuilding before the start of the year, which is just fine with me. I think I might try to pick up a race before Iceman and see where I am at.

I think I did one of my training runs on part of the Grand Rapids half when I was there in September. I think you would have really enjoyed at least that part of the course which tracks along the river on a tree-lined roadway.

Thursday Night Dirt - Solo Time Trial Edition

I had 281 watts on my Garmin and 288 normalized, so I was pretty pleased. I dropped a bottle of carbohydrates, which I did go back for and I think I could have really used that.

I was looking forward to a group ride today. It was the one year anniversary of my dad's death. I was late and missed the start, so I decided to time trial the route again as I did about a month or so ago when I was late. Effort was good, HR was under control. I was trying to do 300 watts averaged or pretty close to it, but I wasn't able to. I managed 284/285 through most of the ride and the power dropped a bit the last few miles even though I still felt like I had a little bit left. It was getting pretty dark in the second half. 

I stopped at the middle school parking lot to see if people were still there and they were, so I visited for about 10-15 minutes. I skipped RJ's as it was getting pretty cold already and I did want to freeze later on the ride home.

Wanted to ride my gravel bike, but it is Iceman season, so I figured a longer ride with some dirt roads and hit a couple of trails. I first hit Independence Oaks, which was super loose and dry, but it has some of the best Iceman-style climbs in the area. I had way too much pressure in my tires, so I let it down a bit. It's not my favorite place to ride and I haven't been there for a few years, but figured I would give it a shot. Looped back toward the house to go to Orion Oaks, and remembered Friendship Park, so I hit some of the flowy jumps and berms there, though I didn't get much air. Good work turning as I slide out slightly on one of the corners, unclipping, but staying upright. Did two tempo laps of Orion Oaks, then went to Bald Mountain South and hit my fastest time there without pushing too hard.

10-Mile Tempo, Averaged 6:50

I wanted to get in a halfway decent long run of at least 2 hours with some quality aerobic miles (about 8-10 miles around marathon effort to a bit steadier if feeling good). I thought my legs would be heavy after four hours on the bike yesterday, but they were pretty decent.

Honest 3-mile warmup at sub-8 pace straight into the workout. I figured I would start around 7:20-7:25 and cut down, but I was already in the low 7s headed uphill and progressed nicely from there, staying in control and never really struggling or pressing though not really able to cut down much beyong the low-6:40s, which was fine as I haven't been able to run that fast in a few years. My HR never got that high and I will sometimes press solidly into the 160s and even low 170s if I am feeling good the last 2-3 miles.

HR was just under 160 average, which seem about 5-8 beats low, but who knows. HR dropped down a beat or two in some miles, when it should have climbed slightly due to cardiac drift if nothing else. Effort was right in any case. Cooled down to 17 at a honest easy pace, while allowing the HR to drop back down. 

It's taken me two years of fairly consistent training/running, but I think I am on my way to my old self. I still have a lot of work to do, but this is really the first longer aerobic workout where I have run significantly faster than my planned pace. A few weeks ago 6:40ish pace for 8 miles in a race felt pretty hard. Today it felt comfortable, and if I were doing 6-8 miles of work, I would have cut down into the 6:30s or even high 6:20s possibly. One for the positive column for sure.

The boys had their 4th birthday. We didn't have a party other than the immediate family. They have had colds so the timing wasn't great, but they had a good day I think.

I thought given how I felt last weekend I would be able to run a bit faster, but my legs were tired and it was a good bit warmer than last week (not complaining). I'm also trying to not get caught up in split times week to week. In fact, in an entry from 2015 or 2016 I think Rob Murphy gave me some advice about comparing times week to week. I don't recall the exact wording, but the takeaway is not to get caught up in. I ran my effort and kept an eye on heart rate without being a slave to it. I am almost 100% certain my HRM was off last week as I have run enough by HR to know where it is at. 

Started in the mid-160s, which feels about like marathon effort once you get the first miles under your belt. I had thought I might do 8 miles, jog, then do 2-3 x 1 mile, but I figured I would just do the last two miles to be consistent with last week. And I wasn't sure I could move too much faster (I planned on the mile repeats being something like 6:35, 6:25, 6:18). 

Splits were good, but I kept an eye on them: 7:07, 6:56, 6:55, 6:56, 6:56, 6:54, 6:58, 6:52, 6:54, 6:50. Avg HR 168

The weather was absolutely awesome, so I figured a long gravel ride would be what I wanted even though I should be riding my fat bike for Iceman prep. Picked up a few new miles. Took in about 520 calories in gels and about 500 in drink mix. Energy was very good and didn't really hit any low energy points.

Zwift Race - Oktoberfest Handful of Gravel (5 Laps)

Decided to do a Zwift race as a kind of last harder effort before Iceman. I did not run at lunch as I ended up napping while the boys napped. Passed out for 90'. It was needed and glorious. 

Race went okay. I have done this race in the past (February 6 or 7?), though it was 4 laps. I think that race was around 50' and 292 watts. I knew this race would be approximately 60' and I wanted to try to hold 300 watts for the full hour. Didn't quite get there and could have maybe pressed a bit but it is racing and a group of teammates were working together, so they were able to draft any time I pulled ahead, so I backed off just a touch here and there. 288 watts @ 165 BPM. I am also down 8-10 lbs from February, so my watts/kilo was slightly better even with the power being a few watts lower (could be explained by racing tactics, fatigue, etc). Finished gasping for air even though my breathing wasn't that heavy. It was like all of a sudden the air was thin and the oxygen had been sucked out of the room. I had a decent coughing fit, but recovered.

Broke in a new pair of flats/lightweight trainers. I have been looking for a more traditional racing flat that works for me. I like my super shoes okay for longer stuff, but for shorter races I am not sure. I haven't done a lot of faster end stuff in the super shoes. These are Active 88s from Danny Abshire who was one of the co-founders of Newton running. I haven't really run in Newtons for a while since the quality went down hill, but these remind me of my first pair of Newton MV2 but they are a touch firmer and hoping they will break in a little bit. Weight is solid on them, but my foot wasn't happy but I was excited to try them. I had just enough time to squeeze in 4 miles before picking up the boys.

10ish-day-out Workout. I probably could have done something a bit more difficult and involved, but I think this worked out okay. 90% of FTP was around 289, but I knew I wanted to hit around 310-320 or 95-100% of FTP. Managed that without too crazy and effort.

Ended up getting in 90' when I thought I was only going to get an hour. The boys watched Scooby-Doo while I extended my cool down.

Solid ride despite some jerk at the Baldwin circle who squeezed me out and I raised my hands in a WTF gesture. He then proceeded to follow me. You've never seen road rage like you see in Michigan. Car culture is all that matters and it really shows up when you are a cyclist. I could just have easily spit tagged his car or put out a taillight with my bike pump. Decided to ignore him and keep riding, but he slow rolled behind me for a while. Took me a long time to settle down. Usually I stew for a few minutes and carry on, but this sent me for 90' or so. Decent power. I was around 220 or so until I hit Orion Oaks and the power dropped. I thought my speed would be closer to 18+ with slightly higher power than normal, but I think the wind did it. I didn't feel as good energy wise as last week, but I took in a good deal of calories. I think for rides of 4+ hours I will mix my bottles at race strength. 

We took the boys to Canterbury Village for the Halloween event. It is always a highlight of the fall for us.

ICEMAN!

I first did this race in 2019 on a borrowed fat bike. Did it in 2021. 2022 I was rehabbing my elbow and could have raced but decided not to. I raced last year and had a pretty good race. I am down about 8-10 lbs from last year and in better shape overall, so I figured I could place fairly high in my division. Usually there aren't too many (30-40), but it is highly competitive. I had the goal to try to break 2 hours, but with the changing distance of the course this mark is even more arbitary than usual. 

I was extremely nervous in the morning. I do not recall if I am typically that nervous, but it felt more intense than normal. I tried to eat, but struggled. I think I got down two Honey Stinger waffles and 17 oz of Maurten, so about 620 calories, which isn't too bad. I only got in about 10 minutes of warmup. I really wanted at least 30 but it just didn't happen. Got out at the start okay, maybe a little too conservative. I wanted to be at least 18 MPH going into the single track. I think I was about that for the first few minutes at the airport.

Hit a large sandy section and a guy went down. I braked a bit (I think) avoided him. I cannot recall if I temporarily unclipped or not. Got going without much further issue. I got ahead of some of my teammates and then I went down on a section of single track, sliding out, thankfully just into the grass. I wanted to get back up and go, but I also didn't want to jump in front of the line of people coming, so I had to wait a few seconds.

I felt like I had a better handle on the single track this year. People were definitely holding me up, more so than I was holding others up. I smashed the two-track when I needed to, but could have been a bit more aggressive here too. The hills were not too bad this year, but maybe that is because I would pass a bunch of people going into them and it helped not having as many people in front of me. I don't think I got passed on any of the hills. 

I would like to have been closer to 2:08-2:10 or faster but knew low-2:00 would be hard given that the course was longer. My overall time was similar to last year, but I think I was almost a MPH faster. I was outside of the top three in my category by about 12-13 minutes, which is a ton. Next year I move the the 40-49 category, which is even more competitive. I'd love to have a hardtail to see what I could do on a regular mountain bike, but I don't think that will be in the budget for a bit just yet.

I feel like I had a decent race. Satisfied with the effort. Power could have been a lot higher. Seemed very low. HR was decent, though that could have been in the upper-160s or even low-170s.

I am already looking forward to the race next year. I am not really energized by the prospect of running races, though I am enjoying running and training still. I think I will do a little more of an emphasis on bike stuff for the first six months of the year, while working on bringing my 5k time back down and then transition too more of a running emphasis the second six months of the year, while still riding a bit and racing bikes, but with the A race being a running race. I don't know if or how it will work, but it is more or less what I am currently doing now, but with a bit more focus and planning.

5' up, group ride of about 2:40, then zone 2 for the balance of 3 hours. Megan got home at lunch time. I didn't feel like running. Running motivation is a little low. Running feels good, but without much on the calendar and not a strong desire to do workouts, I just sat on the trainer. 

I signed up for Barry Roubaix, which dI haven't done since 2019. I have been signed up a few times and bailed. I signed up for the 63 miler, so I really need to train my butt off as the longer distance is much more competitive. The top 30 pace is usually the same speed as the 36 miler.
