| AM - 10 miles. 5 mile Wave Tempo in 26:37 (5:19/mi avg) - alternating 3 minutes at AT effort, 1 minute at LT effort (6 alternation sets, plus an extra half-mile at AT to get an even five miles). Average pace was 5:25/mile for the 3 min segments and 5:00/mile for the 1 min segments. Tempo loop. 3.5 up, 1.5 down.
Didn't get aggressive today... just wanted to get a feel for this type of workout, because its going to be a staple... and these are going to get a lot harder.
PM - Mellow ski tour in Twin Lakes Pass area. The snowpack is thin and ski conditions aren't ideal at the moment, but it was great to get above the smog (which looks awful from above) and out in the sunshine for the afternoon.

Here's the confirmed schedule at the moment for the 2014 USATF Circuit. Unless a few more races join, the total prize money might only be about 75-80% of what it has been the last couple years, in order for the LDR committee to stay financially solvent. | AM - 15 miles. Fritz and I drove down to Lehi to meet Matt, Mike, Scott, Zak, and Reed for the run. We did 15 on the Murdock Canal path with an 8 mile AT Tempo (44:23, 5:33/mi avg) in the middle. Chilly wind, icy in a few spots, but overall better than we probably thought it was going to be this morning. Typical winter running conditions and good fun! Afterwards we had a contest to see who could peel hard-boiled eggs the fastest. I think we all lost.

| AM - 12 miles. Usual-ish Sunday run w/ Fritz, Josh, Nate, Collin, and Adam. Pretty nice (cold) morning.
Went for an afternoon ski tour, similar to what we did on New Year's Day. I'm really excited about the prospects of skiing more this winter / spring (and hopefully summer too). We've been thinking about some of the places we'd like to go this year - definitely want to bring longer ski days and backpacking trips back into the mix if Andrea's body cooperates (which it will!). We have a lot of cool stuff planned for the spring and summer already. When life revolves around running a little bit less, that can actually lead to much better running (assuming the fire to train really hard at the appropriate times burns hot... and that's not a problem!).

| AM - 12 miles. AT Reps: 3-2-1 miles (1/4 mi easy) - 16:00 (5:21, 5:22, 5:17), 10:29 (5:15, 5:14), 5:07. Then another faster quarter mile before heading home. 3.5 up, ~2 down, joining Andrea for a bit. Only about 80% of the workout volume I wanted this morning and the paces were slower than I was aiming for. But for the first early morning workout since November 17th (wow!), I'll grade this as a solid "Whatever+".

Cherry Blossom announced that they are hosting the USA 10 Mile Championship in April. This is a race I've wanted to run for a while, especially since I have a lot of friends in the area and owe them a visit. Now that it's the USA Championship it makes sense to finally swing the trip to DC. This actually fits perfectly into what I'm trying to accomplish in terms of training / racing this spring. I like this option better than the 15K Champs (Gate River) due to timing and travel logistics.

| AM - 7 miles. Treadmill. 3 up, 4 mile AT Progression (1%) - 5:30, 5:20, 5:10, 5:00. Then hit the "cooldown" button which almost immediately went to 3.2 mph and I walked for 4 minutes. Too many black ice spots on the roads this morning to do anything faster outside.
PM - 6 miles. Treadmill. 3 up, 3 mile AT Progression (1%) - 5:30, 5:20, 5:10. Another cooldown button walk-a-thon to cap it off. Too much fun this morning to pass up a chance to do this again. This time my iPod was dead, adding to the excitement.
If Canova posted on FRB, he would probably call this the worst special block he's ever seen :-)

| AM - 23 miles. Long Run. Started at HHS w/ Fritz, Nate, James, Josh, Collin, and Rob. Did a nice wandering Holladay loop for the first 15 miles. At that point we switched gears and I paced Josh for his two mile fast finish (5:39, 5:39), back to normal pace for a few minutes w/ Josh and Fritz, and then did 3 faster miles heading back towards home (5:14, 5:19, 5:18). Finished up w/ a couple miles around the neighborhood because it was so freaking nice out!!!
I'm trying to live in the 85-95 mpw range this winter, and since this run puts me at 93 for the week, tomorrow is a mandatory day off. Hopefully the 10-20" of snow forecasted comes through and we get a big powder day!

| Cold, windy, awesome day of storm-skiing at Solitude. The weather never let up, but linking up powder turns is just so worth it. Andrea and I made sure we were dressed for an arctic expedition and also went inside every 90 minutes to warm up. With that game plan, we survived the elements and had a fantastic day.

For those interested - a little more information to follow up on the USATF-Utah announcement posted last week. The XC race is going to be the same day as the youth championships, which is typically the last weekend of October or first weekend of November. We'll keep the entry fee low (probably $5), but you must be a USATF member to run. There will be individual prize money, but we're also going to add a team scoring component.

| AM - 12 miles. LT AT Reps: 6 x 1 mile in 5:10 avg (all +/- a second). Tempo loop. 2.5 up, 2.5 down. This weekend could be ugly. But, I'd rather run slower in January than June, so I'm keeping it in perspective, and being very patient with the progression of my workouts.
PM - 4 miles. Had just enough time to squeeze in 30 minutes before my Dad came over for dinner. He was up in SLC on business again. Running under 8:00 pace on easy runs is way too hard. I won't make a habit of it.

Oh I'm definitely planning on coming down. I looked at the calendar and said "oh, that's still like 12 weeks away, I can probably get into shape to run 10 miles by then" but then I looked at the Cherry Blossom website and registration is closed. THANK GOD! Plus I'd much rather be a spectator and watch you finish rather then have you finish the race, grab a drink, jog around, chat with the Merkels, take a shower, jog around some more, and then watch me finish.

| AM - 5 miles in Houston with SlowJoe (yep, he's a real person!) along the Buffalo Bayou. We did a couple traffic intersection sprints that would have made Fritz proud. Finished w/ 8 x ~100m strides and 20 minutes of 1-on-1 post up moves with Hakeem.
Hoping I can ride a little residual fitness from the fall to a decent time tomorrow. Honestly I'd have to be thrilled to even be under 1:07 after just coasting for the past 6 weeks. But regardless of how it plays out, being at another US Championship is a great way to kick off the year. Fancy hotel, massages, and more free food than anyone can eat!

| Not really a stellar time on the fast Houston course, but as long as I can look back on this as my slowest race of the year, I'll take it. Targeted 16:00 5K splits and was pretty much dead on - had a little lapse from 15K to 10 miles, but otherwise ran very consistently. The effort never felt that hard, but when you haven't run under 5:10 pace in two months, it's kind of hard to get moving quicker than that.

Fast race(s) today. Close to 60 OT qualifiers combined M/W.
I finished pretty much at the back of the race, which isn't exactly something for me to be proud of... but I feel like I'm actually at a good starting point for 2014. Last year I ran 65:55 in January, and the next 7 months weren't any better. I was either regressing or stagnant until later in the summer. I have a good plan for the winter / spring, and I think that my incremental approach will actually get me to where I want to be.
Some additional thoughts...
When I decided to run here (registered in November) I knew I wasn't going to be in good racing shape unless I pressed right back into harder workouts after CIM. I didn't do that (which was smart), but I was also over-optimistic at the time and figured I could still run low/mid 1:06s without training for it. When I look back now, I really haven't done much work faster than MP since Indy Monumental... 11 weeks ago! If anything, I was stretching out the window in which you can run 5:00 pace without training for it at the Mesa 10K on Thanksgiving. By the time Houston rolled around, it had been way too long since I've run any LT workouts! Luckily I realized this a few weeks ago and adjusted my goals accordingly.
This may seem very ambitious to say after running one of my slowest half-marathons ever, but I really believe I'll be in range to take a serious crack at 2:17 this year if I follow through on what I have outlined. Talked to a lot of fast guys who will also be targeting the OT standard at the Grandmas Marathon.
Course - Flat and fast loop. Long straightaways, minimal turns. Lots of concrete. It was perfect. I can draw the elevation profile using my keyboard:

Race Organization - Just like Duluth, awesome. They take care of everything for you. I can definitely see why most athletes who ran in 2012 want the Olympic Trials to return to Houston in 2016. I was hoping we might get cowboy hats as a gift... no dice... nice pullover fleeces instead. If Andrea qualifies, we'll go back in 2015. And I will not run 1:07 again in that scenario!
MUST-DO in Houston - I highly recommend the rooftop hot tub at the Hilton Americas. Riley, Jason, and I spent a good hour there sufficiently dehydrating ourselves after the race.
Random people - to my assigned roommate, whoever you may be, thanks for not showing up! I had my own room for the weekend which was nice. I cooled down after the race with the guy who beat me by a few seconds at the Portland 10,000m in 2012 - we exchanged some words during that race (all of which started with "F"), but we're cool now :-)
Mile splits - 5:09, 5:11, 5:11, 5:03, 5:08, 5:07, 5:05, 5:10, 5:09, 5:15, 5:07, 5:11, 5:39 for the last 1.1. I wore my Garmin (I can't remember the last time I've done that in a half-marathon) to make sure I didn't go out too fast. It was useful early and then I didn't pay much attention to it after that (probably should have paid more attention in the tenth mile!). Pro-Tip: Turn off autosplits if you wear a satellite watch in a race. You'll get some relative pacing feedback but the course markers on the road are more accurate 99.9% of the time.

One of the cool things about going to USA Championship races (and other high-caliber events) is that you spend all of your time surrounded by hundreds of other like-minded people, most of whom are current or former (very) elite athletes. Its not only motivating, but also a great opportunity to "talk shop" and pick up some tips that you can apply to your own running. The people you meet and conversations you have are always interesting and I came home with a lot of useful/funny anecdotes. I'm still blown away from hearing a 1:03/2:15 guy say that "Yasso 800s" are a key workout for him! Everyone finds things that work for them... no two athletes are the same, and you need to be confident in the training that you are doing. That being said, there are some common denominators as well - everyone is talented, everyone puts in a lot of work, and it seems like (from my interactions, at least) everyone really enjoys running and the process of hard training.

PM - 9 miles. 6 Mile AT Progression in 31:40 (5:17/mi avg). Splits - 5:28, 5:23, 5:20, 5:17, 5:13, 4:58. Tempo loop. 2 up, 1 down. Got rolling a little faster on the last mile. I actually had planned to do this workout on the treadmill... fortunately the air (temporarily) cleared up. It was actually a pretty nice afternoon. Daylight is lasting longer!

| 15:33 with splits of 5:03, 5:05, 4:55, 30. Followed by 4 x 200m in ~30-31 seconds. Pretty much right on where I thought I'd be today... wanted to be ~LT and then pick it up a little towards the end. I was happy to hit the time I was aiming for, but I'm never pleased to finish that far behind the front pack. Riley, Jason, Scott, and Byrant smoked me. On that note though - I love how competitive these winter series races are getting! A lot of guys stepping up and running fast. The local races are going to be deep this year.

| AM - 11 miles. 6 Mile Wave Tempo in 32:05 (5:21/mi avg) - alternating 4 minutes AT, 2 minutes LT (x6) plus an extra two minutes at AT to hit six miles. Segment averages were 5:29 and 5:05. I did this session off feel without pace feedback from the watch, just the interval beeps telling me it was time to speed up / slow down... so I didn't really know what to expect in terms of how fast I was running. Hit my targets (5:30/5:05) almost exactly... to the point where it looks like I cheated!

| AM - 9 miles. First 20 minutes easy then a few AT miles on the tempo loop (5:37, 5:32, 5:27) to get warm and loose. Another 10 minutes easy and then got going with the actual workout: 10 x 30 seconds uphill on a gradual incline (~3.5%) at 3K/VO2 effort. Jogged back between reps. Cooled down a little bit more w/ Andrea. Felt like I was moving very well on the 30s efforts.
PM - 6 miles.
Its been almost 8 weeks since CIM... now I'm finally ready to start training for real. Three races on the spring schedule, evenly spaced out about a month apart, ascending order of importance. I feel very confident that I have a good training plan (tweaking this thing has been a month-long process that has finally come together thanks to some major help from across the Atlantic). No excuses this year... my goal is to earn a spot on the line at a little run around Los Angeles on February 13, 2016.

I linked Anatomy for Runners in December, and I'll give it another thumbs up now. A month into 2014 and we've been at the gym almost every night (maybe missed 3 or 4 days the entire month) after work, working on general stability / balance / coordination. We are progressing very slowly though Jay's program. So far, so good. There were some very basic movements I couldn't even do 5 weeks ago (it was seriously pathetic), but I'm already noticing some nice improvements.

| AM - 20 mile long run. A couple SHP loops, then a Holladay loop, a couple more SHP loops, then home. Had a variety of characters along for varying distances (Rob, Fritz, Kramer, Kotter, Josh). I was planning on some harder efforts at the end of the run, but it started snowing hard around the 17th mile and the roads got slick very quickly so that plan had to be scrapped. Finished with one mile in 5:15 and that was about as fast as I could go without slipping. Avg pace ~6:45/mi.

Andrea and I had a great afternoon skiing. We skinned up Flagstaff Mountain, skied into Days Fork, then back up to the Emma Ridge and a made long run back to within ten feet of my jeep. Andrea kicked my butt on the climbing today! Sunshine and fresh powder... more photos.

Moved tomorrow's workout to this afternoon because we have a storm on the way and this wasn't one that could be done on the TM...
PM - 14 miles. LT Efforts: 2 x 20 minutes (2 min recovery jog) with VO2 trigger at the end of the second rep. Tempo loop. 3 up, 3 down.
This is the easiest way to see how it broke down:
I'll do 5 of these types of workouts over the next six weeks. Starting w/ this 2x20, dropping to 4x10, 3x8, and back up to 4x10, 2x20. Then shifting to some other stuff. Here's the "rules" for these sessions:
1. Run by feel and perceived threshold effort. No goal times for these sessions, no Garmin-dictated pacing, no mile splits during the workout - just a countdown timer*.
2. The appropriate effort is what I feel like can run for 60 minutes right now... not this weekend, not at a race in a few weeks. True "date pace". This can change day to day, so its important to feel threshold and don't go beyond it.
3. If anything, err on the side of being a little slower (HM pace instead of LT pace, although for me these are relatively close to begin with).
4. Change gears in the last 2-3 minutes of the final effort and work down to 5K/3K effort. This is what we're calling the VO2 trigger. Stay relaxed during this part, otherwise it defeats the purpose.
*If I was in Africa, I'd do this Garmin-less. But I'm letting my watch record the pace information in the background for the sake of record keeping and so the progression of these sessions can be tracked. Since I'm usually pretty good about being sensible and not trying to "beat" previous workouts, I'm making the executive decision that I'm allowed to look at it afterwards.

Avg pace was exactly the same as the 30s efforts last week. Felt strong... had to focus on the last 2-3 efforts. Cooled down another 10 minutes.
PM - 5 miles.
It doesn't tell you anything you didn't already know, but the cadence chart from Garmin connect is a cool graphic...
Easy to see the difference between the different efforts. Cadence is something a watch can actually get pretty accurate, because it just requires a simple accelerometer.

| Weak race effort with a good little post-race workout. Probably should have pushed a bit harder on the way out with the tailwind. Once we turned around Riley and Bryant were already really far ahead and I let the effort level lapse way too much. Those guys ran very well.
5:05, 5:01, 5:01, 5:35, 5:29, 5:23, 64.
It was windy but probably not that windy (enough to justify that kind of slowdown). In similar conditions at the 2012 15K, I ran a lot faster back into the headwind.
Then 10 x 30 seconds (45s recovery) at 1500m effort. I was moving quick on these. Felt really good about this session and glad I didn't scrap it.

| AM - 18 mile long run w/ 5K AT finish. Started from HHS w/ six humans (Rob, Josh, Collin, Kramer, Ashton, Kotter) and one dog (Holly). We did a Tanner Park / Zoo death loop back to the school, 3 SHP laps, and finished up with the last 5K on the track where Jon and I alternated laps, which made the faster finish feel like a cruise (16:24 - 5:16, 5:20, 5:15, 33). Kept the LR under 20 and didn't hammer the finish because I want to recovery quick and be ready to get in 4 more solid workouts before the Phoenix 1/2.
After the run I picked up a bunch of Valentine's stuff for 75% off. I hope Andrea doesn't read this...

Avalanche danger was way too high for backcountry skiing this weekend. That's a bummer, but staying alive is important. So we spent a few hours doing some indoor climbing at Momentum instead, and that was a lot of fun.

Reduced volume (compared to the last couple LT workouts) and longer recovery was planned, with the idea that I'd be inclined to go after the eight minute efforts faster than true LT pace.

| SLC 15K w/ 4.5 miles warmup and cooldown to sort of double-dip and make this a longer run.
5:16, 5:14, 5:21, 5:13, 5:18, 5:09, 5:11, 5:15, 5:11, 1:33 = 48:43. Three-mile splits were 15:52, 15:40, 15:37, so it was a pretty good negative split (~40 seconds faster coming back).
Bryant put a little gap on me somewhere b/w 5-6 miles and it stayed that way to the end... he won by about 6-7 seconds. We had a nice pack for the first 5 miles (along w/ Matt P and Coyle).
Felt strong and in control today... Andrea said my form looked noticeably better, more smooth and relaxed... and she's a tough critic, so I'll take that compliment! I'm forward to running the half-marathon in Phoenix next weekend.

I posted a summary of the last two month's training on Wasatch and Beyond (which has a lot more detail), but the table below is a simple way to visualize it. The Phoenix 1/2 actually falls about two weeks earlier than ideal, because I have a couple more sessions to finish up in this block before I move to the next set(s) of workouts. After this race each week will revolve around three colors in my fancy table - red (speed support), green (LT/half-marathon specific), and orange (aerobic support). The primary objective for now is lowering my LT pace - create a big gap between LT and marathon pace... in theory that will lead to a fast half-marathon in May, and then there will be plenty of room for improvement to bring down my marathon pace after that.

I think we used up too much good weather karma with the recent non-winter in Utah. Phoenix averages about 8" of precipitation per year, and 20% of that is going to come down in the next day. Hopefully we'll get a brief window of decent conditions... if not, then I'll fall back to my "Plan B" approach to the race.

| Kept my Arizona win streak going. My parents are moving back to the East coast soon, so my frequent racing in AZ will probably subside a bit now.
The weather was decent considering we were expecting much worse. There was some rain in the early miles and a bit of a headwind, but the major storm forecast was greatly exaggerated. The heavy rain/wind actually came down later on Saturday evening... good timing! In some ways the overcast skies were nice (cooler... last year the marathon got really warm over the last 10 miles).
My plan was to run for the win and not worry too much about the time.
Jesse Armijo and I ran the first mile together, then he took the lead and put a small gap on me. For the first 7 miles, I was between 15-25 meters off his lead. It didn't seem like there was anyone putting pressure on from behind us. I kept thinking to myself "make a move at 10" like I did in the PF Chang's 1/2 last year. I started reeling him in during the 8th mile and sensed an opportunity to put in a surge and take the lead just before the 9 mile mark. I ran the 10th mile pretty hard to open up a gap, then I had a big enough lead to back off a little the rest of the way. Ten mile split was ~50:45 (~25:15/25:30). Last couple miles were slower, but I ended up winning by a comfortable 52 seconds. A quick look-back during the 11th mile told me I had the race won.
Andrea and my parents were out on the course in 5-6 different spots providing encouragement. They are awesome!
The time doesn't really reflect a big improvement since January, but I can tell I'm getting in shape now. The major positive "take home" was that around the halfway point, I knew I wasn't settling for second place this time. I was thinking about the best strategy for how to win the race, and knew I was going to win the race.
This is a really good event. Fast, certified, sanctioned courses. The half-marathon is probably the fastest trials-eligible course I know of. Race directors are awesome to work with, pay attention to small details, etc. And how about the race t-shirts? They were fitted, and actually fit! I'd like to come back and run here next year. Especially now that I know I can get a big chalice / trophy through airport security.

PM - 6 miles. I'm using the upper loop at Murray Park for a lot of afternoon runs (1K grass loop). Between that and horsepark, I can get a good amount of recovery running on soft surfaces, even when run-commuting.

Tanner / Zoo death hills and then up Emigration Canyon about a half-mile past Ruth's until we hit 10 miles, then turned around and ran the next 7+ miles down the canyon to SHP and then a loop around the park at 5:42/mi pace (all w/ Josh and most w/ Fritz/Nate). Finished with a faster mile on the track (4:59 for 1600m) and a few cooldown laps. 6:34 avg pace for the run. Good variety on this one (ie. plenty of climbing).
Went up LCC in the afternoon and found some leftover (from Thursday!) powder off the shoulder of Patsy Marley. Then a slush run-out back to the jeep. Followed by a long soak in the Peruvian Lodge hot tub. A tank top type of day.

Original plan was LT / 10K-10K / 5K-5K effort, but it ended up being more like HM / 10K effort. Didn't really put the gas pedal down like I had intended to. Started snowing as soon as I went outside, but luckily it wasn't sticking to the roads. I almost went to the indoor track, which might have made this a slightly faster session, but I just didn't feel like driving out there and back.
PM - 4 miles w/ Andrea. Stopped at a half-mile to play with puppies. Highlight of the day.
In sad news, someone stole my orange running jacket that I've been wearing for almost 4 years this morning! I wore it on the warmup, then tied it to the stop sign by Fritz's sister's house (as I often do). It was gone when I came by on the cooldown. Had the be the bus stop kids who make fun of me all the time. Those 10 year old bullies won't cut me any slack!!!

Not a huge improvement over the last time I did this, but an improvement nonetheless (~3 sec/mile). I probably should have waited another day or two for this session (heart rate has been a little too low this week), but I'm headed to San Diego for a couple days (work meeting) and I thought it would be unfair to do this at sea level. Kristen gave me an awesome list of places to run from my hotel in Del Mar, like here. So I'll get a couple nice days of sunshine running along the coast, then start a new block of workouts next week.
PM - 7 miles. Mostly on trails in Torrey Pines beach / park. Longer than a typical post-workout shakeout but google this area and you'll understand why :-)

Felt great, but was smart enough to not stretch this out any further even though it would have been easy to tack on 4-5 more miles today. Got what I needed, and faster recovery is crucial because next week is going to take me way out of my comfort zone.
The route had three 200+ foot climbs, and I was moving quickly up them... that's the advantage of sea level.
PS - the fastest guy on this blog, Conner Mantz, won the 5000m indoor national championship yesterday (14:24)!

| AM - 7 miles. 8 x 400m in 66.0 seconds average (1500m pace, 90s rest). Did the workout at the Olympic Oval to avoid the wind. That was the fastest I've run 400s in a long time... and about as fast as I could go while keeping my form good. Now I have a starting point as I move into the next phase of this training cycle.

As a follow-up to what I posted a few weeks ago, here's how the last 7 weeks of training have looked (and for an expanded calendar view - here):
I accomplished what we hoped with the LT efforts - starting at 2x20, dropping down, then rebounding back up and seeing some improvement when I repeated the 2x20. The combo workouts with the hills were meant to strengthen my musculoskeletal system, and the breakdown workouts helped usher in the next wave of track workouts. Long runs provided aerobic support. Total mileage was lower than what I've done during "hard" training blocks in the past... but man, it feels good to be healthy right now. I can't even think of any aches or pains. My feet have gotten stronger (which was starting to be a problem last fall) and my form is getting smoother.
Now with 7 weeks until Indy, I'll primarily focus on two types of workouts the rest of the way - 1) Multi-pace (1500/3K/5K) track intervals (simple!) and 2) LT Shuffles (LT efforts with 3K/5K injections). I have two races, 5K and 10 mile, which are both coming up soon. I'll get in 2-3 more long runs for aerobic support, but will aim to keep those around or under 2 hours. The LT shuffle workouts will end up being quite long anyways (14-17 miles by my estimation). I'll start incorporating phase two of Jay Dicharry's program this week, as I've pretty much mastered phase one at this point (he might disagree!).
During my next marathon cycle, I'll switch back to one midweek workout and one quality long run per week.
I think laying out what you actually did in training (as opposed to what was planned) and then looking back in this fashion is really helpful, more so than a text blog format, because it lets you see the whole picture. I have calendars like this that date back to early 2011... I've made a lot of mistakes and there are too many places where I (now) think: What the $%^# was I thinking? Not so much anymore... I feel like I'm finally putting the pieces together in the right fashion, and I'm gaining confidence because of that.

*I don't put a lot of stock in the specific pace of a 60 second effort on a Garmin, but you get the idea... it was faster.
Here is a more thorough explanation of the physiology behind these sessions from the creator -
The long reps will produce a small amount of lactate that the body will pick up and utilise during the effort - there will be some residual lactate that the body will 'shuffle' into the system during the 1 min recovery. Then, during the 1 min faster effort the body will utilise the lactate for energy and at the same time produce a larger amount of lactate. Through the 3 min active recovery the body will, again, use and 'shuffle' the remaining lactate into the system, which the body will then utilise during the next long rep and so on.
As the session progresses, more and more lactate is produced, shuffled, utilised - at LT and 5k/3k pace/effort. Towards the end of the session, the body floods with lactate and struggles to utilise and shuffle it into the system - the body goes into 'panic' mode and 'shunts' (forces) it into the system. This stresses the body and teaches it to pick-up and utilise lactate when the system is fatigued. This in turn helps to improve pace at LT.
With this in mind, as you do the session, you'll physically feel it happening - it hurts like hell but in a nice way :)

-No candy and less crap in general!!! (weaning off Dew, too)
-Eating balanced recovery foods with plenty of protein within 20 minutes of finishing harder workouts
-More skiing / skinning, which is excellent for all the reasons Andrea mentions here.
A lot of this is common sense, but I'll be the first to admit that I haven't always been consistent with the whole package over the last couple years.
On that note, I decided that I'm going to skip the spring marathon season and keep my focus on getting faster through the end of June, then take a break and put all my marathon eggs in the Chicago basket.

| Great day of ski touring. In the morning we skied the same area as yesterday afternoon, which was still holding some lingering powder from the storm on Tuesday. Goes to show that you can almost always find powder in the backcountry if you're willing to work a bit for it.
After lunch we skinned up to the ridge between LCC and Silver Fork and had perfect corn/slush conditions on the way down. Hero snow.

I fell apart a bit at the end, but I finished the workout as planned because those last two reps were still the most important efforts... that's where the stimulus for adaptation was happening, even though I slowed down. And this was another reminder that you can't let a 4:52 mile accidentaly happen in the beginning of a half-marathon.

PM - 4 miles + 8 x 100m strides. Just ran laps around Centennial Park. Feeling lethargic today... probably fighting off whatever knocked Andrea out a few days ago. If I wake up sick, I'll scratch from the meet tomorrow night. Too close to Cherry Blossom to take chances. Hoping a good night of sleep helps and I'll be able to give it a go.

| AM - 4 miles. Decided to scratch from the 5000 tonight after this shakeout run. I'm fighting off just a touch of a cold, and a late-night race in the rain isn't the way to get it out of my system. I'll aim for a medium-long run this weekend instead, and wait until next week before doing anything intense. I would rather be over-conservative in this situation... no sick/injured racing this year. I'll get a shot at a 5K PR in June when I'm actually in shape for it, so I'm not worried about missing this one. I do wish I wasn't spending another night here and was just heading home after my meeting ends, though.

Glad I skipped the 5K last night. The race wasn't very fast. The extra recovery days helped me 1) fend off catching a cold and 2) not aggrevate a somewhat tender spot (probably an adhesion) in my left upper hamstring. It wasn't noticeable while running, but I felt it while massaging on Wednesday. I was able to get rid of it by Friday morning, and then waited a bit longer before doing anything faster than jogging.

I don't know if this was closer to 10 mile or 10K effort... but I'll find out the answer to that question this weekend! I'm going to cut down the miles this week and just do a light fartlek-type workout on Thursday. Ten miles is probably the distance I'm best suited for at the moment, so this weekend will be a great opportunity to see where my fitness really stands.
This was back to more of a straightforward LT session (instead of the kind w/ the 1 minute surges) because of the race this week. This type is easier and a bit shorter :-) I'll go back to the shuffle sessions after Cherry Blossom.

Lieberman is a very interesting evolutionary biologist and I've enjoyed reading his work since coming across his 2004 publication in Nature back in college, which he co-wrote with a researcher from the University of Utah.

| I was going to just post a condensed version here, but now it seems easier to copy and paste from Wasatch and Beyond with all of Andrea's photos. So here is the long-form Cherry Blossom report with bonus puppy photos...
USA 10 Mile Championships (Cherry Blossom) - 50:12 - 26th overall, 16th American.
I've had Cherry Blossom on the calendar since the day it was announced as this year's USATF 10 Mile Championship back in January. I have a lot of friends in DC and lived there for a summer, so I've been excited all winter about this trip. Andrea and I flew in Friday evening and spent Saturday relaxing and catching up with friends (and did the same all day Sunday after the race). It was a really fun weekend.
On race morning I got dropped off at the Lincoln Memorial and proceeded to warmup around the National Mall. I've run here many times, but its always a cool place to be early in the morning. The elite women started at 7:18, and then we were off 12 minutes later. The field was solid - plenty of high caliber African runners, plus the USA Championship field.
As you can see on the race video (starting ~17:00 for the guys, I'm still in there a few minutes later), I was able to latch to the very back of the main pack for a little over a mile, as the real elite runners were out at a somewhat conservative pace. The pace accelerated before we hit the Memorial Bridge and I knew it wasn't sustainable to be in the back of that group any longer. The two-mile split was 9:51 (plenty fast). I was already running solo - I recognized some of the guys up in front of me (Sean Brown, Ben Sathre - bibs with names on the back of our singlets was nice) but it would have taken a huge effort to close that gap. I tried to keep them in range and focus on maintaining a steady effort.
I came through 5K in 15:21 and 5 miles in 24:55, picking off a few guys during these miles.
The first half of the course has several 180 degree turns, but the out and backs make it an excellent course for spectators. Andrea was at 5-6 spots during the race with Curran and Baumann, the Merkels (on bikes) were all over the place, Luke (running the race) yelled for me during the out and backs, Big Cat Brett was prowling around in the trees, and the ElliptiGo team with Jeff Caron was out cheering as well. It was almost like a track meet during the first 10K - feedback and encouragement every quarter mile!
I was running well as we came through the halfway point and headed out for the loop in East Potomac Park. Miles 6-8 were 4:59, 4:57, 4:52. Sathre pulled away after 10K (30:57), but I passed a few guys before we got to Haines Point including Sergio Reyes, who was clearly having an off day.
I don't know what happened in the 9th mile (5:22!!!). We were running into a slight headwind at this point (look at the flags on the race video as I finished - 1:06:00 on the video - and yes I had to out-kick a girl - we caught a few of the elite women in the final miles), but I don't feel like I slowed down THAT much. I tried to maintain/close the gap to the guy ahead of me (Brown). It was definitely a shock to see that split. In hindsight, that mile was probably marked a bit long and the previous one was short. I came through 15K in ~46:45 and just like that, I was climbing the final hill and the race was over. Finished in 50:12 - 26th overall, 16th American. Five mile splits were 24:55 / 25:17 (yuck).
After the race I spent some time chatting with the other athletes and coaches (Hansons) - that is one of the best parts about championship races... these are the best athletes and coaches in the country - the ones you want to be competing against and interacting with. Andrea and I ran a cool down from the Washington Monument to the Capitol building and back... again, just a cool atmosphere and great location for a big race. And it's a BIG race (17,000 runners!).
I'll make a strong attempt to come back and run this again next year. Now that my parents will be living in the area, I'll be heading to the East coast for races instead of Arizona. Hopefully they'll be hosting the USA Champs again and I can do the Gate River / Cherry Blossom double. I shouldn't be thinking about 2015 race schedules yet, but I can't help myself sometimes.
Overall I'd say this was a good, but not great, performance. It was my best run of 2014 so far (season bests for 5K, 10K, and 15K en route), but I still feel like I should have broken 50 minutes. The good thing about this race is that it tells me exactly where I'm at... and that means probably aiming for 65:15-30 instead of 64:XX in Indianapolis next month (although things can change with another good month of training). I'm very glad I already made the decision to skip the spring marathon and keep my focus on the half through the end of June. I think that I'm definitely on the right trajectory (steadily improving) but it is going to take some more time (and laser focus on the little stuff) to achieve my goals this spring. I embrace that challenge.

Not an awful workout, but not what I was looking for. Ran the first one in 64.2 which I found out I'm not ready for yet. This workout exposes a very obvious weakness... but then again, weaknesses like this are also very obvious opportunities. I need to be spending more time on the track running shorter intervals in May and June. I have time to make some serious improvements before Duluth. And when I look at the whole plan for the year, I have a little over 3 months until I'll start my Chicago buildup. There's no doubt that by that time I can get fast enough to properly train for the marathon.

FLAT this morning. I could tell from the first one-minute effort. I did this same workout a few weeks ago (March 25) faster (although I blew up at the end of that one). I just didn't have any pop in my legs (obvious on the 1 minute portions), which is almost definitely because I did this too close to the Monday evening 400s. I have a (stupid) work trip in the middle of next week to New Jersey, so I shuffled a few things in my workout schedule to avoid having to do a harder workout while I'm there. The downside is that I did today's session on tired legs. The upside is that I kept it at true threshold and completed the full workout at a consistent effort level without trying to match the last time I did this and destroying myself in the process.

Took the day off from work and we went up to Snowbasin to ski. It was slushy. The low elevation combined with warm temperatures turned the entire mountain into mashed potatoes. Hardly anyone there... had the place to ourselves. Fun day.

Since I didn't go any faster, I needed to add something to the session, so I did 10 x 200m (1500, 200m jog) in ~33 seconds average. Should have been a man and just added on an additional 800m rep. Cooled down 3 miles back home.
PM - 3 miles. Laps around the Alta parking lot for 25 minutes. We might have spent close to 3 hours in the hot tub before/after dinner. My muscles should be sufficiently loose now.
Workouts were sort of "blah" this week... in some ways I felt like I was just going through the motions. It's difficult to keep the sharp mental focus all the time. The important thing is that I start to dial it back in over the next two weeks as I get closer to Indianapolis.

Two guys (fully naked, of course) launching double backflips was the highlight of the competition. After that run, a guy (with 3 kids) skied by and said "Man, it doesn't get any better than that." I'd agree. Spring skiing is great. What a way to spend Easter Sunday!

| AM - 10 miles. Bombed workout. Plan was a LT Shuffle: 4 x (2 miles, 1/4 mile)... a more HM-specific version of the 5 x 8/1 that completed this set of workouts. I ended up cutting it short and only did 2 x (2 miles, 1/4 mile) in 10:05, 72, 10:10, 73. I started the third rep and had to stop after about a minute, then walked home. There are two specific things I don't talk about on my blog, and the reason this workout was a failure falls into one of those categories. I'm not injured.
PM - 8 miles. Mainly around Weequahic Park in Newark, NJ. The park has a two mile rubberized (track surface!) path. I've never seen anything like it. A pleasant surprise among all the power lines and cemeteries.

Skied at Brighton w/ Andrea and Amiee. It felt like the middle of winter - cold, but the snow was powder and since Brighton has been closed for a week - untouched. Days like this are always great. We found a perfect spot in the trees and lapped it four times. I'll hold out hope for another storm like this, but I fear this may be our last powder skiing of the year. Another foot of snow really helped our chances of skiing well into June, though.

It felt "off" as I was heading to the track for the 200s so I bagged what I had planned and just tried to get loosened up. Didn't have a ton of success throughout the day, so Andrea arranged for me to see Tim after work. He put me in a world of hurt for about an hour, working on my lower back, glutes, etc. After the massage we went over to the track. I didn't feel smooth, but I'm just going to hope for a better day tomorrow.

I could probably find some excuses about stuff going on that affected my performance, but the fact is that I ran 1:07 (on the dot - again!) which isn't something I should ever be doing at this point in my life. It's not acceptable. I am glad I have one more shot at a half-marathon this spring and 7 weeks to train for it before turning my attention to 26.2; I intend to knock one out of the park in Duluth and redeem myself for what has been a disturbing trend of solid training and poor racing. Ultimately, I judge my running based on actual race performances, and don't get any satisfaction about what I could/should have been able to do. The stopwatch and tape measure never lie.
The last time I was in Indianapolis, I got beat by Michael Jordan. On Thursday night I got a text message from a guy named Steve Kerr - "Hey Jake, I'll be picking you up at the airport tomorrow." You can't make this stuff up! Indianapolis-ans must have been secretly rooting for the Bulls during the 90s.
The Indy Mini is a pretty cool event - the biggest half-marathon in the USA with 38,000 runners! In addition to being a bucket list item for the masses, they also put together an impressive prize money purse which draws out a very competitive field of athletes. The course is nice and flat, as you'd expect in the Midwest... and why I keep coming here to run.
Almost 2.5 miles of the race is on the Indianapolis Motor Speedway - which I had heard was a very lonely place... but it wasn't too bad - it just reminded me of my boring tempo loop! I actually wouldn't mind doing workouts there.
The RDs were very accommodating, and put me in a nice hotel (with Paul) the night before the race. We burned the midnight oil until the clock hit 8:30pm (6:30pm our time) and then hit the sack.
I felt flat from the start of the race (on our warmup too) and never really got going, despite a more conservative start compared to other half-marathons I've run.
Splits: 5:02, 4:59, 5:09, 4:57, 5:13, 5:08, 5:05, 5:16, 5:05, 5:14, 5:02, 5:12, 5:06, :27 = 1:07:00
I knew going into this that I wasn't going after 65... but I figured I had a good shot at cracking 66 and taking down my PR. That race in Long Beach just doesn't want to give up it's spot on my sidebar!
On a positive note, I was able to beat Michael Jordan this time. He now goes by "Kyle"... I guess it was getting too confusing for people. He's very white, by the way.
The top pack ran fast - 6 guys under 1:03! [Results]. Kenyans dominated. I think I was the 3rd American - in 16th place overall.
After the race I had a ton of time to kill before a 7:45pm flight home. I ended up at the hotel gym doing a lot of stretching while Frank Shorter was riding the stationary bike. I should have introduced myself, but I was afraid he would ask how I ran. Later, at the airport, Frank kept walking past me in the terminal, rubbing it in! He won the original Indy Mini, back when it started and finished on the track.
The craziest part of the day was the ride from the hotel back to the airport. I got picked up by Bill Cartwright, Stacey King, and Horace Grant. But not the Indianapolis versions... the real Chicago Bulls. I take it as a good omen from the universe that running the Chicago Marathon this fall is the right choice. Like I said, you just can't make this stuff up!

The Bjorklund 1/2 is a month from tomorrow. I'm going there and competing regardless of what happens over the next couple weeks - it's my last chance to PR at that distance this year. I can turn this boat around... it's a matter of choice, not luck, but making consistent good decisions hasn't been my biggest strength recently, and it's the reason I haven't been running as well. I'm undecided about racing between now and then. I'm targeting a 5000m on June 7th in LA and then a 10,000m in Portland in June 14th, with the goal of running a pair of PRs and knocking a couple time benchmarks off my bucket list. I'll decide based on how things go over the next week. I'm hoping for a couple good workouts, even just one good session, to tell me there's a chance. Eventually I'm going to catch fire again... I know I can't force it... but man, I want it to happen soon!!!

Original goal for the morning session was 2:55 off 90s recovery, although that plan was scrapped after the first lap. I'm happy to have gotten in some substance today, but this is the nail in the coffin in terms of racing on the track in June. Luckily those flights were booked on Southwest and can easily be used for other trips/races. I promise that I'll quit exuding negative vibes now that I've made that decision and won't change my mind again! I shouldn't have gotten greedy after Indianapolis in the first place, and just stuck with the original plan. If anything, I'm disappointed in myself because I feel like I let Bam down by going semi-rogue these last couple weeks after he spent so much time creating and modifying workouts for me this year. We wanted to get through the winter ready to run 10 miles in 50 minutes in April without beating myself up from too many miles / long runs, but instead use some different types of workouts where I could step it up from that point forward. We pretty much nailed that first goal and I was exactly where I wanted to be. I admittedly tanked after that. No where in the training plan did it say - lose your confidence and become a mental basket case, quit doing ancillary / gym / physical therapy work, gain back all the weight you lost, and jack up your mileage for no specific reason! All that stuff is on me. By no means did I completely ruin my chances to run fast this spring. I got off track a little bit, which happens to everyone from time to time. You just have to get back up and keep running...

Got bloodwork results back this morning: Hematocrit, Hemoglobin, Ferritin at all-time lows.
Not surprising based on how I was running. Those variables aren't the sole cause, but they tell part of the story of the past six weeks - along with lack of confidence, mental fatigue, work stress, drastic (unnecessary) change in training, lackluster nutrition, etc... I went past the tipping point and blew up. All those things really can add up.
In any case, I decided earlier this week to take a break from training for a while. We weighed the pros and cons of another race this spring, but ultimately couldn't find a reason why traveling to a very competitive race when I know I'm not anywhere near my best would help me turn things back around. Instead I'll take a (longer) break now. I'm not setting any timelines, but I hope to be fit enough in time for some of the local summer races and use those as a springboard to a breakthrough fall marathon season.

Before my senior year of high school and during that winter between seasons (we didn't have an indoor track program), I ran a couple local road races in upstate NY where I got absolutely smoked by some home-schooled kid named Josh McDougal. He would go on to become one of the great NCAA runners of recent history, and then his career was derailed by some mystery injury. After 5+ years of being on the sidelines, Josh returned to racing over the weekend. He started a blog that has details like you would find on FRB... the kind of stuff you typically don't see from a guy who has run 13:20 for 5K. Hopefully he keeps posting as his comeback continues.

Unfortunately I crashed hard around 40 minutes into the run and had to commandeer Andrea's bike; so she ran the rest of the way back to the start. I'm still struggling with the lingering illness and energy is very low after hardly eating for 5 days. I had planned on doing A LOT of running while we're in Colorado but I think I'll save my energy to have fun doing other stuff and re-visit running when the plague has been eradicated.

Steamboat has a river running right through the town (and entire valley), and paired with an excellent free bus system, it's easy to see why river tubing is extremely popular here. We bought some tubes and cruised the river this afternoon. Lots of fun!

For some reason I had an idea stuck in my head that Chicago was 12 weeks from July 4th weekend, and on the drive home from Steamboat we were discussing potentially shifting the timeline to a Nov/Dec target because my fitness is poor at the moment (May/June were definitely a regression) and it's going to take some time to rebuild. Then we actually counted and it turns out I have 14 weeks, which is a world of difference for me right now. I'm very motivated to get going, but I'm also essentially starting this buildup from scratch and need some more time before I start the workout cycle. Luckily I have two things going for me - I don't mind training in the heat, and I can handle jumping straight to 100 mile weeks as I start putting down a mileage base. With consistency and patience (lots of patience!), I think there is enough time to get ready for a marathon by October. I'm not going to repeat 2013's summer racing frenzy (it would be ugly, anyways). Gradual, incremental fitness progression is the primary objective for the rest of the summer... the more boring this looks, the better. I don't really need to commit to Chicago until September so I'll train for a couple months and then make the call based on how things are going.

Took the mountain bicycles up to Park City for a spin on the mid-mountain trail. Rode from Deer Valley to the Canyons and then looped back for a picnic at Silver Lake Lodge. About 3 hours of riding. Stopped for ice cream with a couple miles to go. The early miles of the trail are great, but we forgot how the section between the border of PCMR and the Canyons is way too rocky and somewhat unpleasant... I actually completely flipped over the front of my handlebars yet somehow didn't do any damage other than a cut on my leg. Still trying to figure out how I pulled that off.

You had to figure based on how she was running that it was a matter of when/where and not if Molly Huddle would take down her AR this year. Monaco was the place, 14:42 the time. A lot of fast running today, especially for the USA mid-d squad. I wonder if track would be more popular if people were actually aware of these Diamond League meets? Probably not, but it's fun to pretend.

Read this morning that a local guy died on/around Capitol Peak. I did a (relatively unwise in retrospect) solo ascent of that mountain in 2008. Sharp ridges, constant exposure. Unforgiving terrain around there. I remember feeling a sense of relief when I got back to my jeep that day.

Didn't get started until almost 8:00am which should have been a death sentence, but luckily there was some cloud cover for the first 2 hours and it didn't get too hot. Ran a pretty hard quarter mile to close out the run after I hit the twenty-five mark and was pleased to see I had some spring left.

Today's session would have been 2 x 5000 if I didn't have a race this weekend. I'll cut it back a touch the next couple days and give it a whirl on Saturday. I haven't done a single marathon-specific session yet, but that has been by design (even though Chicago is less than eight weeks out). I realized early in the summer that I needed to be very patient in rebuilding my fitness. So far, I am very pleased with how this stretch of training has gone... definitely moving in the right direction. I'm having a lot of fun with it right now, and I'm excited to start racing again (it's been almost 4 months)!

| The Top of Utah Half Marathon is the only race I've run all four years since we moved here. The past three years I've come in gunning for a fast time. That only worked out in terms of winning once. This year I was a much different place in terms of training and sharpness (my first race in 16 weeks!). My goals were:
1. Win
2. Finish the race strong
3. Continue to build overall momentum with my running
I'm not at the fitness level I've brought into this race previously, so I ignored the splits being spit out by my watch, and focused on running a smart race that would put me in position to accomplish all of the above goals.
Going down the canyon, I hung back to see who else would take the initiative. Jason led the early miles, while Fritz and Steve eventually moved up to him. According to the timing mat I was 17 seconds back of those guys at seven miles. I wasn't sure how I felt - not great, but not bad either. Then it seemed like Steve moved even further ahead and had a good sized lead on everyone. At the nine mile mark I was probably almost 30 seconds off the lead and needed to get moving. I passed Jason during the 10th mile, then Fritz during the 11th, and finally got Steve at the top of the Millville hill in mile 12. I had a good amount left in the legs and was able to stretch the lead out to a comfortable margin. It felt good to break the tape.

Obviously a lot slower than I've run here in the past, but I'm not reading anything into that. For where I'm at right now, I got everything I wanted out of this race. One positive that sticks out is my attitude over the final miles. I had the chance (and contemplated taking it for a few minutes) to cruise in and use excuses like "it's your first race in a while" and "you've got a lot of miles under your legs recently" but instead I told myself "go get everyone" and I ran the last 3-4 miles exactly as I planned. I also remembered around that time that I had already spent the prize money on Thursday so I had better win it back!
Random thoughts...
-Locked my keys in my jeep (in pouring rain) at the packet pickup on Friday night. Special thanks to the TOU staff for helping me out and making sure I got a good night's sleep!
-Broke a new uniform out of the plastic wrap today. It's actually the same exact kit, but I wasn't happy with how the spring ended so it was time for a fresh start.
-Adhering a temporary tattoo of a wolf to your shoulder gives you unlimited potential.

Spent the afternoon hiking through stunning landscapes in Capitol Reef National Park. We are staying in an eclectic cabin in Torrey for the next couple days. I found some dirt roads that head into the Fishlake National Forest, so that's where I can be found in the mornings and evenings while we're down here. I love this part of the world.

| AM - 26 mile long run. 7:00/mile avg, ~7000 feet elevation. Torrey / Teasdale area. Totally misjudged how dark it is here at 5am! And windy. Caught a spectacular sunrise in the middle, and finished with the Garmin beeping some sort of jingle to let me know I had set a personal record of 26.37 miles. I don't plan on running that far again this fall unless I start running tangents like an idiot.
Spent the day along Highway 12. Hiked to Calf Creek Falls for a swim!

Spent the day in Capitol Reef on a guided canyoneering trip. It was great fun - a very scenic hike up to the top of a plateau, then we dropped into a slot canyon and made a series of rappels. A long day - we were out in the wilderness for a solid eight or nine hours.

Stopped at Goblin Valley and wandered around for quite a while, then went for another hike in Little Wild Horse Canyon (a neat and very accessible slot canyon) before finally making our way to Moab.

| AM - 11 miles. PM - 10 miles. We went down to the Needles district of Canyonlands today and hiked to Chesler Park. Another amazing place in our national parks system - we are lucky to have them. Vacations like the one we are currently in the midst of can be tiring, but they are constantly rejuvenating at the same time. Seeing the sun light up the red cliffs while running at sunrise, wondering what you'll see around the next bend of the trail while hiking, and soaking it all in from a high viewpoint. I never get tired of these adventures. |

After the run we went on a jeep tour on the slickrock above Moab. Andrea's parents needed a break after 5 days of hiking (we did too!). Plus, it is hot here.

| AM - 17 miles. Layton Classic 10K - 5:15, 5:35, 5:35, 5:05, 4:56, 4:59, 67 = 32:33. Short races during the bulk of marathon training are always a crapshoot. My strategy was to stay out of the lead but within striking distance for 5 miles, then hopefully go for the win in the last mile like at TOU. First 3.5 miles were slower (mainly uphill), then I put in a short surge to break it open. Steve took the lead from there and I followed 5-10 meters behind. At the 9K mark I made my move and passed Steve... then 200m later I got taken by surprise when John Coyle came past me. We didn't put enough distance on him and Jason during miles 4 and 5! I didn't really have enough fight to kick and John won comfortably. Overall a good effort and workout before tomorrow's long run. 3 up, 8 down.

Had three possible workouts in mind for this morning (2x10K, 5-4-3-2-1M, and 13-15M AT), but ended up just deciding to do the full simulator when I woke up and saw this. Target was ~5:35 and not under 5:30. For the most part I stuck everything right in the range. I've done this workout a handful of times, and know by now that it's better to hold back a little.
Waited until it got warmer (mid 70s) in the late morning before I got started. Chicago weather can unpredictable, and I want to be ready for non-ideal conditions. Dropped 8.5 pounds worth of fluids during the run. Hopefully I won't actually have to run a marathon in the 70s (or 20s!) this year.
I also wanted a really flat long run today, as while most of the LRs this summer haven't been too hilly, they haven't been Chicago style. The tempo loop actually goes up and down about 10-12 feet every mile, which is actually more elevation change than Chicago's course.
The fact that I even made this graphic shows I'm very bored with Andrea gone for a week.

Andrea finally got home last night after 8 days in Philadelphia: abdominal surgery round two and subsequent recovery. We finally found out why every type of conservative rehab imaginable wasn't helping - the first surgery (16 months ago) never healed properly (and was probably botched in the first place). Dr. Meyers had to re-do the side that was already "repaired", and also fix the "good" side because that had started to tear over the past year as well. It was pretty extensive - he removed scar tissue from previous surgery, loosened up the lower abdominal area because it was excessively tight, released both psoas, released the left adductor and pulled right adductor back up to a higher attachment point so it can function correctly.
Andrea is really, really tough.

I'm running the TOU Marathon tomorrow as my last long run of the buildup. My target is 2:30 +/- 2 minutes. In an ideal world there would be a pack running a steady 5:45 pace for the majority of the race and then it would come down to a fast finish over the last couple miles with everyone (including me!) in contention for the win. But in reality these kinds of scenarios almost never play out that way, as someone will always take it out faster. I will be making a very conscious effort to not "accidentally" run 2:23 like I did last year. If I could sneak in the top 3, that would pay for the trip to Chicago, and this will be a hard workout that doubles as a nice dress rehersal of the race day routine (food, drinks, etc).

| AM - 26 miles. TOU Marathon - 2:28:14, 3rd place. Average pace = 5:39 per mile. Splits at the bottom of the report. Came through the first half in 1:14:24 and then ran the second half in 1:13:50. A controlled, even effort... stuck right to my plan.
Tylor Thatcher and Jason Holt took off at a quick pace, which ended up being a very good thing because it forced me to decide right away whether I was going to follow my plan or give chase. I ran most of the first 14 miles with Nate Hornock and Jon Heslop. Once we hit Hollow Road I pulled away a bit and ran the rest of the way solo. Overall it was a good effort and just what I needed today - a high quality long run that would continue to build fitness and not take anything out of the bank.
TOU always puts on the best races. I'm happy to add another moose trophy to the collection.
Andrea and Amiee were out on the second half of the course providing encouragement and giving me someone to briefly talk to every couple miles. All of these photos are from Amiee...

Slower today, but I'm not concerned. The marathon is about your body of work over 2-3 months, not the last 2-3 workouts. My hamstring has been intermittently bothersome for a week or two, so I'm being careful about not pushing the pace on faster sessions. Getting to the line healthy is a lot more important than squeezing an extra couple seconds out of workouts.

| AM - 18 mile long run. Easy effort (6:55/mi avg). Planned on doing 2x5M @ MP, but quickly (and hopefully wisely) adjusted the run. After getting three miles into the first effort I wasn't anywhere near marathon pace and pulled the plug. Cruised around Cupertino and found a dirt path for the rest of the way. Couldn't see the value in forcing a session that just wasn't going to end well. Feeling "off" for a day two weeks out isn't the end of the world.
Headed down to Santa Cruz and did a nice, long beach walk in the afternoon.

| Physically, an improvement from yesterday, but I still stopped and walked home after a mile of running. Mentally, I'm back to basket-case mode. Too much indecision - do I really feel better? am I better off just doing nothing? is racing next weekend a terrible idea? can/should I just push through this? I don't really have a plan now... as this wasn't exactly the situation I thought I'd be facing a week out from Chicago.
At least there's a new puppy in town to distract me from thinking about it too much.

| AM - 20 mile long run. Easy pace (~7:10) then finished the last mile quicker (5:19). I almost bagged it after ten minutes again, but Andrea encouraged me to go a little further and the longer I ran, the better my hamstring felt. Go figure. Even though a mile at 5:19 felt faster than it should, it was good to know I could (structurally) handle it. Immediately hit the ice bath afterwards and have felt pretty good the rest of the day.
Obviously missing a few workouts isn't ideal, and my right hamstring isn't 100%, but now I'm cautiously optimistic that I can toe the line next weekend. I might have to adjust my goals a little, but I really want to race as long as I don't feel like I'm risking longer-term damage.

Since I didn't run last Thursday afternoon or the following morning, I figured Friday was a good time to get my bloodwork done again (no dehydration to potentially inflate the results).
That's a nice reminder that when approached the right way, high volume can build you up, not break you down. Another way I like to interpret this is: eight minute miles on grass are definitely worth something!

2014 Bank of America Chicago Marathon - 2:21:12, 35th Place.
After an excellent summer of training, the week or two leading up to Chicago was not great. With my hamstring feeling very compromised, it wasn't easy to maintain a high level of confidence. A week before the race, I wasn't even sure if I could race. I decided that if I could run, I needed to be conservative and go out in 1:10 - 1:10:30. That all changed on race morning when I went outside for a short jog at 5:30am. I not only felt somewhat normal for the first time in nine days, but there was an energy along Michigan Avenue at that early hour that convinced me it might be worth taking a shot at the Olympic Trials standard. Chris Sloane (who shared a hotel room with us) and I made our way over to the American Development tent around 6:30am. We did an easy 10 minute jog to warmup, then stood around with some of my Saucony teammates in the corral until it was time to go.
When the race finally started, I immediately set myself up behind Florence Kiplagat's male pacer (who was about 6'3" tall... and maybe 120 lbs) but I could tell within a minute or two that the women weren't going out quick, so I moved past them as we came out of the tunnel and saw my Saucony teammate Jesse Davis up ahead. It took me about 2 miles to bridge the gap to him, and once I did I found myself in a nice pack with 6 other guys. I mentally committed to running with that group and the idea of a 1:10 first half was thrown out the window. I was simply going to race these guys as long as I could. After opening up with 5:17 and 5:19 miles, I missed a few splits, so I was surprised to see 15:38 for miles 3-5. We were moving, and rolled through the first half, hitting 13.1 in 1:08:47. This was my fastest first half ever in a marathon (by far!) which was a little crazy because I did less marathon pace specific work than I have in my last few marathon buildups. I never touched 5:15 pace tempos in training during this cycle but I wasn't afraid to mix it up and see what might happen.
This is a good time to point out that because of the aggressive start, there was no "this feels easy" / "build into it" portion of this marathon. I felt like I was running at a high intensity level right from the gun. Andrea said afterwards that I looked "very determined" and that it was "the hardest I've ever seen you run, especially in the last ten miles" I guess that is both good and bad. On one hand, you sort of want to be relaxed for a good portion of a marathon. On the other hand, I know I gave it everything I had, even if I knew I was in a little over my head.

I think the pack started to break apart around mile 14 or 15 and I was on my own the rest of the way. My calves were starting to hurt. Andrea told me that my gait was noticeably compromised by the halfway point, which isn't surprising - I made some sort of alteration to protect my hamstring, and the gastrocs had to pick up the slack. I held up pretty well through 30K, but the 20th mile was the first over 5:30, and I wouldn't be able to bring the pace back down. I was hanging on and just trying to keep the bleeding to a minimum.
Michigan Avenue death march
The last 5K was a death march. I still had a chance to PR when I hit 40K, but the wheels were coming off quick. With 600m to go, you turn and ascend the Roosevelt "hill" (which is a measly 15 foot overpass). I could not believe how it absolutely. broke. me. My legs started to wobble, I felt like I had no control over them, and simply tried to stay upright over the last quarter mile... an effort that was barely successful. With about 15-20 meters left, everything seized up... I had to windwill both of my arms to keep my balance as I stumbled across the timing mats. After I got across the second mat, I let a volunteer just hold me upright for 10 seconds while I regained my sense of balance. It was a comical finish and despite being a little embarrassing, I had to smile - I knew I went for broke and didn't leave anything in the tank.

Overall I'm very happy. Yeah, I didn't run the smartest race, and likely would have run a bit faster and PR'd had I gone out a little slower. But on a big stage like Chicago, it was worth chasing the OTQ dream. I'll continue chasing it, because I have zero doubt that faster marathons are in my future. Regardless of whether I run 2:17 or not, I simply love this journey. I love that it's hard - that it requires so much dedication with no guarantees of success. I love the training, working towards a lofty goal step by step... sometimes taking steps backwards and figuring out how to deal with the setbacks. I love that I keep learning more and more about the sport and myself in the process - race to race, year to year. And I love that I get to travel all over the place and compete against the best runners in the country (and the world). When you run 2:21 and come in 35th place, you picked the right race. No matter what, when all of this is said and done (which is a long way off), I'll know exactly where I stand (the stopwatch and tape measure never lie) in the running universe. I'll know exactly how good I can be... and that's something I want to know, even if it's a bit scary to find out.
When I look back at my goals at the beginning of the Chicago buildup, getting back to PR shape was at the top of the list. I definitely accomplished that objective over the past 14 weeks, and gave myself a solid platform to build on again. Depending on how quickly I recover, I'm planning to take a short break, rally for a series of late Fall races, take a longer break, then dedicate 2015 to a pair of long, focused marathon buildups (spring and fall).
Odds and ends...
Nutrition: Breakfast - 2 Powerbars. Race - 1 Powergel 15 mins before start, 3 more during race (5-10-16). Really like the Powergels and tolerate them well, mainly because of the liquid consistency. Didn't drink much - I need to run faster so I can get my own bottles at major marathons! Post-race lunch - Venison.
Weather: Sunny (although the tall buildings blocked it in a lot of spots) and low 50s for most of the race. A little windy in spots, but this is Chicago so what can you expect?
Course: Flat. Awesome. [Map / Elevation] Other than the overpass at 26, none of the small inclines broke rhythm. The route has a decent amount of turns. Crowd support was excellent. Maybe not quite as good as Boston, but close.
Shoes: Saucony Type A6. Best racing flat out there. Saucony had a great presence at the expo and hooked us up with some cool Chicago-branded gear. The team was well-represented in both the men's and women's races.
Intangibles: Andrea was unbelievable this weekend. She managed to get my hamstring back into working condition on Saturday, then got a bike the morning of the race and navigated the streets to be at seven different spots (1.5, 3, 13, 17, 20, 22, and 25) to cheer for me and all of the Saucony runners (and take photos). Her airport nap was well-earned. I had other friends at 5, 6.5, 8.5, 10, 17.5, 23, and 26. I've said this before, but I know I'm very lucky to have such a great support system. I had a lot of family, friends, and puppies supporting from afar.

Going to stick with short, easy runs for a couple weeks and continue to work on getting the hamstring issue under control. Originally I was planning on running CIM after Chicago, but I'll just have to see how things go and not have any grand expectations. Needless to say I'm not booking flights yet. There isn't really enough time to get in much better shape, but if I can do enough to maintain the level of fitness I took into Chicago (and not be hurt) then it will be worth taking another crack at the marathon this fall. Houston would be a better option in terms of giving me more time, but the six weeks leading up to it are the worst time of the year for training here.

I don't feel good about those odds. I'm going to have the chance to run some great races this upcoming winter/spring, but I need to fix my hamstring so I can fully capitalize on those opportunities. I'll work on rehabbing and just stick to easy running for another month or two, then start the long ramp-up to a spring marathon once I feel balanced and uncompromised. When talking about my top choice for a spring marathon last week, a good friend and supporter ended a message with "Get yourself ready!"... simple advice... and squeezing out another marathon isn't the way to do that.

| AM - 8 miles on the Behind the Reef road. I wasn't sure the Temple Mountain Road could be topped, but this was just as beautiful (and hard!). We camped right at the intersection of the two, and several other trails/ATV roads. Awesome area for running... and desert exploring! We checked out some old ruins from uranium prospectors, then did a hike in Ding Canyon before driving home.

Roo is #1 in his age group for canyoneering. How many 12 week olds are tearing it up like this? Amiee is raising the world's most awesome puppy.
But sometimes he still needs some help from Andrea on the bigger obstacles. To be fair, so do I.

| We decided to run the Commodore Hull Road Race in Shelton/Derby this year on Thanksgiving morning. The course was altered due to the snow, and it ended up being well short of 5K. That being said, this was one of the best organized small races I've been a part of. They even had a live webcast and drone flying around taking pictures!
I ran at last month's marathon pace for almost 3 miles and considered that a success being that I've hardly broken 8:00 pace for the past 6 weeks. Finishing up with a seemingly healthier hamstring and then running in with Dad / Andrea / cousin Andy (the three of them had packed it up XC style) and then back again to pace in my Mom was what this one was all about. We all had fun.

Every event has a different race format - this one was a team relay. But we got there late and missed the official start, so Andrea, Amiee, and I did two laps of the course and called it good for the night.

PM - Wasatch SkiMo Series #3. Criterium style. Wore spandex this time. Learned that you need to get straight to the front in a rando race. I was stuck behind a lot of people on the first lap, but then had room to operate on the next two laps and got in a pretty good (and fun!) workout. Lots of respect for the folks who are really good at SkiMo - it's a challenging sport.

Sundance Resort was cool enough to allow uphill skiing on the back side of their mountain this morning, before they open it up to the public and get the lifts running tomorrow. This event wasn't competitive, but Surface Skis (who sponsored the event) tossed out the challenge of climbing 10,000 vertical feet, so that's what a lot of folks were doing. Ski patrol let the SkiMo crowd use the Arrowhead / Bearclaw area, which is a 1280' climb - so skinning 8 laps got you 10,000 feet plus a little bonus. I knocked it out in 5 hours before heading down to the Owl Bar. This was a really good time and I hope more ski areas consider allowing this kind of event occasionally, especially when the snowpack is thin. I think close to 100 people showed up... not too shabby.
