Nice and easy run at lunch in sunny - yes, I said SUNNY DC! Finally! Went on the canal to Fletcher's Boathouse and back to the office. Did a couple of faster intervals. Tomorrow I'm planning on doing a few Capitol Hill repeats.

I mapped the profile of the hill with this awesome website:

and it says the hill is slightly longer than 0.4 miles, and climbs 112 feet, 4.8% grade on average... I know it doesn't seem much, but for some reason it kills me. I think the main problem is that you go down it first, and as you go down you see everyone struggling up it on the other side of the street... if you went up it first and then down it, you'd be thinking "Ok I just need to get up there and it's all downhill from there" but noooooo, after you are up it it's all flat till the .5-ish mile to the finish line...

What do you think, is it a hill worth mentioning, or am I being a sissy?

First of all, it is a pretty good grade for repeats (6-10% is optimal, 5% is pretty darn close). How long were you planning on going up? 60-90 secs is great training for longer distance training! You will get really strong do these.

Your pictures are great! You look very relaxed and strong. And what a nice jaw you have ;-)

Ha ha! Yeah, the jaw incident was a funny one for sure, now that it's over... Thanks guys - I think my jaw is back to normal.

Bonnie, I've never done hill repeats "formally"... I was just going to go all the way up the hill as fast as I could, then come back around the Capitol (about 5 minutes to recover) and up again 4-5 times... what do you think?

Well, there are two different ways to use this type of hill. One is to run "as fast as you can for 60-90 secs" and then jog down and do it again (about 10 times). This will make your legs very strong (it is like a weight exercise) and eventually make you faster. The other is to take the hill a little slower (don't "charge up the hill" - rather run strong but not too hard) for the whole hill. The reason I say don't charge up the hill is that you want to be able do this 5-6 times and if you go too fast you will compromise the overall gains because you will get slower as you the repeats - also your form gets worse as you get tired. This is more of a stamina workout -- it makes you stronger at running faster speeds for longer.

Both are useful, but different, workouts. The good thing about using hills as speed/strength workouts (workout 1) is that you are less likely to get injured than if you were to do a comparable workout on the track.
