First day I have physically felt 100% since the 10k.  I decided I would do a long warmup and if I felt okay I would do the fartlek workout.  I must embarassingly admit I had to google fartlek last night as I was looking over my training plan.  I had a general idea of what it meant but definitely hadn't ever tried it and I'm still not sure I did it correctly.

WU - 3 miles/8:27 pace

3, 2, 1 minute intervals  x3 with equal recovery.  Is that too much recovery?  I did keep the recovery at a steady 8 minute pace.  Recovery in between sets was 4-5 minutes.

3 min @ a little faster than 10k pace/6:53

2 min @ a little fast than 5k pace/6:27

1 min @ as fast as I could go with good form/6:05-6:10 pace.

Times 3.  I was pretty dead by the last set.  Does this make any sense?  Did I do this right?

Great job, it looks like you are putting together some really good weeks of running. You will love Boston, I have run it twice. Once by myself and then in 2010 with my wife. We love that city, and the race is awesome too..

Yes, you did this right! :-)

The whole point of a fartlek-type workout is just to get your lugs turning over, get the effort level up, but without the mental game of trying to hit specific paces. You just run as fast as you feel like going. They are great workouts for building strength and getting faster.

Rachelle.... you running pro! I need advice and tips. My knees and legs have been killing me the last few weeks. Ive been icing, stretching, and foam rolling. They still ache. I feel discouraged :( I really wanna up my mileage and be making progress, but it seems I am headed in the other direction. I'm getting new shoes this week, and I think that should help. Do I see a doctor? Is this normal? It comes and goes. *sigh*

Thanks for the feedback Tyler, Jake, and Kam. I really liked the workout and can see more fartlek runs in my future. :)

Kira- I am no running pro I had to google "fartlek" ha ha! But have you ever had a gait analysis done? You may be running in the wrong kind of shoes or you may want to consider slowing your pace down. A very common mistake among runners is running too fast which causes weird aches and pains, burnout, fatigue, and sometimes injuries. I'm sure if I said anything entirely retarded Jake can weigh in from here.

What do you mean by "ache" Kira? It seems like you do lots of x-training and aren't necessarily over-doing the running miles, so Rachelle could be right - getting in the "right" pair of shoes for you might help a lot.

I don't think I am running to fast.... 8:41 pace generally on the tm.. I don't feel tired or anything like that. It all started a few weeks back when they got the new TMS and I walked on incline.. I don't know if that gives any help.. I think shoe could def be a big part of it, however I wasn't experiencing this type of sensation before. It comes and goes. Sometimes I feel cured and other times, like today discouraged. Where do you go to get a gait analysis done? Does it cost very much? I guess I could just google it too!

Kira a gait analysis is free. You can go to 26.2 in Provo or Runners Corner in Orem. When I first started running I had a lot of knee problems and found out later that I overpronated and my shoes were the problem. Don't feel pressured to buy shoes at the running store. I buy all of my shoes on www.runningwarehouse.com and they are much cheaper there.
