Work-out #2...RLRF Program. Everything was good but it still felt a little harder than I though it should feel. I briefly thought about running 3 tempo miles but at the end of 2 I decided I wasn't ready for that!

I went back and read up on how to do a Tempo Run and I'm actually doing it wrong. It says you should "gradually increase during the easy miles, so that you are close to tempo pace by the end of the warmup". As you can see I just ran slow and then sped up for the two miles. I also took a couple of minute breather after the 2 fast miles, before I started my 3 cooldown miles. No wonder I can't run a 3:16 marathon, I'm doing it all wrong :-( ...And what is warmup and cooldown pace anyway??

Nice job! Some days tempo runs will be harder than others. Make sure your percieved effort is "comfortably hard". Good job cutting out that 3rd mile... you'll get there when your body's up to it.

My warmups are as slow as they need to be. They usually last 10-15 minutes and progressively get faster until I'm running at my normal easy pace. Sometimes my first mile is 9:30 to 10 minutes!

Cooldowns only need to be slow enough and long enough so that you are not breathing heavily when you stop.

I don't really comprehend the words comfortably and hard together :-) I think I could have pushed myself for another mile but I would have been really hurting. This run makes me wonder about running a sub-20 5K this weekend. I think I need to avg 6:26. That seems very difficult after this run.

I suppose I need to run my cool-down miles a little easier because, as you can see, my HR rose and didn't fall at the end. Cool-down seems like such a wast as my HR drops about 40 beats after a minute of stopping.

Yah, "comfortably hard" is an oxymoron, but you'll figure it out. Tempo runs should be at a pace that you could hold for about an hour (if it was an all out effort). You were probably running too fast, or you were not rested enough, or the environment was not accomodating (hot and humid?).

Good tempo. Gotta remember it's getting hot out there - I'm always 10-20 seconds slower in the summer depending on how bad it is outside... Your w/u and c/d paces look right to me.

Doesn't the RLRF have 3 tempo paces? I think I remember that from the 5k training plan I was looking at. It is all about the intent of the workout. A true tempo should be a bit faster than 1/2 marathon pace. But again, the RLRF program is agressive with their paces. So if you are following that plan you need to stick to those paces. At the sametime, Joe made a great point about the heat. You may need to back off 10-20 seconds. Anyway, "easy" can be whatever you want it to be so long as it doesn't negatively effect your workout. Before workouts I will never run faster than the high end of my base pace. After some workouts I am lucky to maintain recovery pace. No one can give you a concrete answer because there isn't one - running is art and science. As far as breaking 20 mins - go back and look at those mile repeats you did recently. That should give you all the confidence that you need.
