20 frigid, snowy miles to kick off the new year. Met Matt, Jake, Brandon, Toni, Dan, and Chad in Lehi for a long run. Easy pace for the first 10 then a little faster (not much) for the last 10. A little slippery but not bad. Matt's wife left us a great breakfast to cap it all off. Good times.

| Wow! Met up with die hards Jake, Matt, Fritz, Scott, Andrea and Chad for a tempo run. 4 miles warm up. 7°. Official plan was to run a 10 mile tempo run. I knew I wouldn't be able to hang for 10 so I decided to play it by ear. Here's what happened. 5:22, 5:30, 5:45 Ouch! Circle back for 0.5 5:25, 5:30 Whew. Looking like a 3-2-1 day. Circle back for 0.5. 5:20 "Ok. That's a wrap. Good enough for one day." -Mike "Hey, you're good for one more, right?" -Jake "uh, of course!...(after some rest)" -Mike Circle back for 0.5. 5:29 ~3m cool down. I'm happy with the workout. <5:30 is still too fast for me to sustain...maybe someday! Breakfast at Jake and Andrea's. Thank you! |

| 40°, sunny, slight breeze. Perfect conditions. I wasn't quite over the flu but feeling better I decided to go out. Ended up running up the south side of Suncrest. 1761ft of elevation gain. Averaged 7:30s for the uphill. 6:00s for the down. Middle section on the way down I threw in some faster miles: 5:39, 5:18, 4:58, :30 (15:56 for 5k). | Went to the Olympic Oval in Kearns with Matt, Scott, Toni. Met Jake, Andrea, Colin, Kevin and Kramer. We decided to do 4 x 1M repeats with about 800m recovery. My splits: 5:11, 5:07, 5:13, 5:12. Jake, Kramer and Scott were about 4:50 ish. 4 mile warm up and about 2 cool down. Scott is back! Matt did a 4m tempo run as he had done mile repeats earlier in the week. Felt good. The last one was tough. I was feeling Thursday's run a bit. It was super fun to be back on the track. It brought back some great memories. I hope to get a few more workouts like that in this winter! |

| This was my first 1/2 with any real training behind it. It was a blast. Did a 2 mile warm up with Scott, Matt, Toni, Brandon and Spencer. Started out trailing the lead pack. I found Karl Siebach and Zak James right at the start. They seemed to be running about the pace I was looking for so I latched on to them. First 3 miles were a steady 5:40 pace. Zak sped up a bit after 3 and I went with him, mile 4 was 5: 35. As the hills started rolling I backed off. Mile 5 was 5:45. Karl passed me up the first big hill. I passed Walter around this point. Next 2 were 6:06 and 5:57 up the hills. Karl gap'd me by about 30 meters. Downhill mile was 5:28. I was still feeling strong and was quite surprised I was still moving! I caught Karl during the next mile: 9 and 10 were both 5:40 as we ran together. The next mile faded a little: 5:46. I was starting to feel the hamstrings. Otherwise I felt great. 2 miles to go, I decided to speed up a little and pass Karl. Body responded well to the pace so I held it. Last 2 miles: 5:30, 5:29. I felt great at the end. It was a good test of my fitness. I was probably in shape to go a bit faster as I had a lot left at the end. I was hoping for a 1:15 so I was very pleased with the time. It was awesome to have so many of the early morning group there. Hooked up with Scott and Spencer for a cool down. Then I went on a beautiful, sunny hike through the red rocks near Tuacahn. Clear blue skies and 60 degrees. Couldn't ask for a better conclusion for the trip. |

I had to work late last night and early this morning for a sales demo (lame) so I missed the group workout this morning. I headed to the gym for lunch. The warm up felt good so I decided to throw down some speed. It went like this: - 4m warm up

| Met Spencer at 11am for a long run. It was a pleasant 38°. Spencer dragged me all over northern Utah County. First 18 were great. Last 4 were rough, didn't bring anything to eat and I felt very depleted at the end. Spencer threw in the "mother", a really big hill at mile 21. Had I the energy I would have poked him in the eye. Good times. |

It was beautiful; like running on a blanket the whole way. A little slippery but not bad. PM: 6 miles on the TM at the gym. 1 a little faster just to break things up. |

| Met Matt, Dan, and Toni at 5am. We ran down to the Lehi tempo loop. Did some stuff and then ran home. 3.5 warm up 4x1 mile with .25 rest (5:07, 5:25, 5:23, 5:22) 3.5 cool down I was hoping for better but I wasn't feeling it today. Breathing seemed to be the bottleneck today which is uncommon for me. Air quality was nasty (borderline unhealthy). The lungs feel ripped up now. I've even developed a slight cough. Can't wait for spring! |

| Drove up with Matt and Scott. Sparse clouds and clear streets through SLC buoyed our spirits. As we passed the airport we came into dense fog, light snow, steady wind and slick looking roads. I was beginning to question my decision to run the race. A 3 mile warm up with Matt and Scott proved sure footing, steadily falling snow and uncomfortably high headwind for the return portion of the course. Legs were feeling good, stomach, not so much. I usually eat oatmeal before a race because it runs through my system so fast. This morning's breakfast wasn't going anywhere; it felt like it was still in my esophagus. The snow started to fall more heavily at the starting line. The first mile and a half felt great. My stomach started feeling uncomfortable and by mile 2 was cramping slightly. By the turnaround I was hurting and frustrated. Legs felt great but everything else was on fire. First half splits (5:17, 5:24, 5:26). On the way back the wind felt more like a series of brick walls than a 10mph headwind. The ice flying into my face didn't help. I slowed considerably. I watched Scott's group steadily pull away as I struggled to hold a decent pace. I didn't. After 5 miles my legs completely recovered, an odd feeling during a 10k. Last half splits (5:52,6:04,5:59,1:22). 4m cool down. I steadily felt worse and worse as the day progressed. I've got some kind of bug... Given the circumstances I wasn't too upset. It was fun to run with such a talented group. Matt ran a phenomenal race; well deserved. I'm looking forward to more races, better weather, and less flu. |

AM: Met Scott, Reed, Matt and Toni for a Lehi loop. It was 25 degrees!!! It felt very comfortable. Scary that 25 should feel so warm. After 5 miles Scott joined me for some tempo. 4 miles (5:37, 5:31, 5:37, 5:44). The 2nd mile had quite a lot of downhill, the last mile was all uphill. Even effort at just under LT. Felt great. 2 mile cool down. I was grateful to have Scott with me for the first 3. It is so much easier when there is someone to share the joy! Thanks Scott. PM: 6 miles easy on the TM. Weights.

| Met Scott, Reed and Toni at 5:30am for a long one. Plan was to do 2 10 mile loops, one easy, one at MP. It 19 degrees, a little too cold for my liking but manageable. The loop has some rolling hills and a gradual incline (228 ft up) for the first 5. Last 5 are either flat or downhill. First loop was uneventful. Averaged 7:20s. 2nd loop was AWESOME! Scott and I took the first 5 at manageable effort and then picked it up on the last 5. Splits were: 6:14, 6:00, 6:02, 6:17, 5:57, 5:52, 5:40, 5:32, 5:27, 5:26 First mile was the hardest, it made me a little worried about the workout but then we settled in to a groove. Mile 6 we started picking it up. When I saw the split for 8 I thought I was shocked, everything felt great. It was a steady to the end. Didn't feel overboard. My legs felt better after the 2nd loop than the first! Odd. Many thanks to Scott for dragging me through it! This was a real confidence builder for me. |

The AM crew were all out of commission this morning. I thought I'd head to the oval but when I woke up and saw 28 degrees with little wind I decided there was really no excuse not to get outside. Headed down to the Lehi tempo loop (3.5 miles). 4 x 1 mile repeats with 0.25 rest. 5:20, 5:24, 5:10, 5:14 First one was progressive to ease into a faster pace. 2nd one was into a strong head wind and by effort was the most difficult. 3 and 4 felt solid. 4 had some more head wind. I'm happy with the workout. I've made progress, slowly but surely. 4.5 miles back home. PM: 5 easy on the treadmill. AIF, Foam roller and weights.

| Didn't feel like running in the wind so I headed to the gym at lunch. 2 miles warm up. 8 miles at something between AT and LT. First mile in 6:00, 2-6 at 5:39, 7 at 5:30, 8 at 5:39. Jumped the gun a little with 2 miles to go, started accumulating lactic acid so I backed it off for the last mile. The first 3 felt too hard but then I settled into my pace and it felt pretty easy the rest of the way. |

| Skipped the winter series 10k due to the blizzard. Looks like I made the right choice. Met Matt and Scott for 20. Matt was with us for the first 10. At 12 Scott and I stopped and stretched and started the tempo portion. As we started I could see the black wall of the storm front closing on us fast. After 1/2 mile we had high headwinds. After 3 miles we had higher headwinds and snow/ice blowing in our faces. Good fun. Scott and I alternated the lead/draft about every quarter mile, it helped but the effort was still tough. We averaged 6:00 for 5 and then took it easy the last 3 (although Scott wanted to charge the MOTHER! I made 3/4 of the way with him before I had to give out. Happy to get it in but it was a tough last 7 miles. |

With the nasty weather I decided to head to the Oval for my workout. 4 miles warmup. 10 x 1K with about 350m active recovery (between 1:45 and 2:00 mins). Splits: (3:13.4, 3:13.4, 3:12.5, 3:14.5, 3:14.0, 3:14.6, 3:13.9, 3:14.8, 3:14.5, 3:08.4) Average: 3:13 (5:11 pace) 2 miles cooldown. 1:36 for the whole run. The first 6 were pretty easy. Last 4 got harder but still controlled. I'm happy with the workout. I was pretty beat at the end but there was still a little gas left in the tank. I could have done a few more. The 1K isn't exactly marked at the Oval so I had to estimate a little...it was pretty close. Hit the 800m mark between 2:32 and 2:36 on each of them.

| Met Reed at 7am for a long run. We from his house, up AF canyon to the fork 10 miles. The pace was leisurely but I felt pretty beat up at the top. (7:40 avg). I wasn't sure how hard to hit it on the way down with a lot of speed this week already so I decided to go at MP effort and see what happened. First mile was slightly down hill (5:45), I was feeling pretty good so as it got steeper I tried to keep the effort the same, 2-5 (5:26, 5:23, 5:26, 5:27) are pretty steep (about 200 ft/mile). It flattened a bit out of the canyon 6-8 (5:37, 5:40, 5:40). Last two are gently down hill again 9-10 (5:36, 5:27). The last two were tough. 5:33 avg. Very aided but I'm happy with the workout. 1.5 mile cool down. |

Had a steady headwind for the uphill portion, not strong but enough to make that section harder. | Met Scott, Dan, Reed, Fritz and Kevin in AF. 30mph winds convinced us to try Riverton instead. The workout plan was a 10/10. First 10 were out and back to the south. There was a steady wind blowing to the south. Averaged 7:00 on the first leg. Felt good but a little aggressive. Scott and Fritz decided on a very reasonable 6 min pace for the next 5 into the wind. I guess my Garmin was broken because it said the next 1/2 mile was around 5:35 pace. Scott and Fritz had gapped me by about 15 yards and I had a decision to make. Stick with 6s and fight the wind solo or try and hang (and draft). Kevin made the decision for me as he surged ahead and I followed. I took the lead once or twice to try and take my turn but it never lasted long. I was mostly trying to hang on for dear life. By the end of this leg I was pretty thrashed. We took a brief breather and then headed back. Splits: (5:37,5:47,5:39,5:38,5:40) I wasn't in any condition to run 5:20s so I held back a little. The 3rd mile back was tough, I lost sight of the group and wallowed a little in self pity. With about 1.5 to go I could tell they had backed off and were coming back to me. I sped up a bit to catch them thinking I'd jog the rest of the way in with them. The closer I got, the faster they went :) I finally caught up and we cruised in at a brisk pace. Splits: (5:32,5:42,5:54,5:43,5:20) Fun workout. Glad to get it in despite the wind. Hope to have more group runs like this. Great group and a good push. |

Met Scott at Lone Peak track for some speed fun. 3m warm up. 6x800. First 3 had a 200m rest (about 1 min) between them. I decided to increase the rest to 400m and increase the intensity for the last 3. Splits: 2:32, 2:30. 2:29, 2:23, 2:23, 2:22 I felt surprisingly good. I ran with Scott for the first 3 and then he stuck with the 200m rest and we separated. This should be a good tune up for Saturday's 10k. PM: 4m very easy. Weights. PM2: 2m with the boys around the park with the dog.

| At 6:30 am I ate my standard 1/2 cup of instant oatmeal. I was still feeling the full margarita I shouldn't have eaten last night. Hip was a little sore but legs generally felt good. Headed up to Ivins, got in line to get my number and hopped the 2nd to last bus to the starting line. 1 mile easy warm up on the dirt and then another 1/2 or so with strides on the hill near the starting line. I ran in to Karl and Caleb and chatted a bit. I saw Brad Osguthorpe with about 2 minutes before the start which officially put 1st place out of reach. 1st mile was very steep. Ran comfortable. Brad went out fast (probably 4:30). Before the mile marker Logan Fielding passed me and I ran behind him for a while. 2nd mile had some uphill and I just ran behind Logan and let him set the pace. 3rd was gentle down, 4 was 1/2 down 1/2 up (about 60ft). I felt strong through 4. I passed Logan at 3.2 down the last hill. Brad was about 75 meters ahead at 3.5. 5 and 6 were tough, lots of hills which shut me down pretty hard and I fell of pace. I lost sight of Brad quickly during the hills. I recovered a bit by the last 1/2 mile and finished strong (2:28). Splits: (4:55, 5:17, 5:03, 5:17, 5:34, 5:34,0:49) I had an outside hope for sub 32 but I'm pleased with the race. Went on a 2 mile cool down with Karl and then another 6 with Ty. All in all a great trip. Pinecreek was probably working against me a bit, hard to tell how much...but it was awesome. Who knows, maybe those 29 seconds were left in Zion somewhere? |

Met Scott, Reed and Toni at the Lone Peak track at 5am. I still think it's crazy that 4 nutters will meet at the track for a pain session at 5am. What a cool group! 3m warm up, 2m cool down. I was still feeling a little tired but much better than yesterday. I couldn't find any excuses not to do my prescribed workout (and I was searching)! 40 degrees and a slight north breeze made for near-ideal conditions. 6x1600 w/ 400m jog (about 2:30). (5:11, 5:10, 5:09, 5:09, 5:10, 5:05) Scott changed his mind about what he wanted to do after the first lap of the first interval and decided to join me. So grateful! The workout wouldn't have been what it was without him. The first one was a tough wake-up call. The next 3 were smooth and felt really good. #5 was harder. Scott's emergency break to the porta-potty afforded me a 4 minute recovery after 5 so #6 felt the easiest. I'm happy with the workout. I've wanted to hit this one for a while now and the stars finally aligned. I didn't dip into the reserves and even had a little left in the tank. Reed looked great out there too, he's really coming along. Scott, as always, was tough as nails...minus the stomach issues. PM: 7 miles easy on the Sandy dry creek trail. Felt surprisingly good.

| Up to Sugar House Park with Scott to meet Fritz, Kevin, Jake, Rob, Adam and John Kotter. 11.3 mile warm up (warm up?) around Highland. Steady pace. Fun stuff. (6:50) Tempo portion was around Sugar House Park loop. I forgot my watch (grr) so was running blind. After the first mile I swear I heard Kevin say it was 5:42. I knew I was in trouble if that was the case. The loop was pretty hilly and it wasn't being nice to me. I finished the first loop (about 1.4 miles) with Scott and Kevin and then slowly watched them pull away. I ran 3 more digressive loops and called it quits. I circled back and jogged around till everyone finished. We did 1 more loop for a cool down. Later on Scott told me the first mile was 5:22! Made me feel a little better but still a disappointing workout. |

| Met Scott, Toni and Dan for a run on the Jordan River trail. Plan was to do a long tempo at MP (7-8 miles). 3m warm up. 3m cooldown. 5m tempo. I only made it 4.5 at 5:42 pace. Effort was way harder than it should have been. The same thing happend on Saturday. I'm having trouble sleeping. I think I'm starting to exhibit some signs of early overtraining. Thankfully I don't have any injuries or tweaks...just fatigue. I'm going to back off the rest of this week and hopefully pick up the pieces next week and try and salvage what I can of SLC on the 20th. |

| Perfect Saturday morning. Great group, good workout, perfect weather. I couldn't really ask for more. To name a few: Scott, Toni, Brandon, Reed, Dave, Melody, Chris... and more! 2 out n' backs. One on the Murdock trail to the north. One up Provo canyon. First leg was pretty easy pace, I think we averaged 7s for the first 10. The next 2 were 6:45 and 6:30. Then Scott and I upped the pace for the next 3 ( 6:13, 6:05, 6:12 ), these were into the wind and slightly uphill so the effort was pretty close to my MP so I'll call them MP miles. We waited for a minute or the so at the top to regroup with Brandon and Reed and then started down. Scott said 5:20s. I thought he was joking. He wasn't. Next 3 (5:19, 5:19, 5:18). I started to feel it after 3 so I backed off for a 1/4 mile. Next two were 5:50, 5:45. It was a good workout. Legs were pretty fresh after 3 days off but I still wasn't feeling 100%. I think I'm out of the hole, just need to be careful the next 2 weeks and avoid digging a new hole. 1.25 miles of grass loops slow for a cooldown. Brandon and Reed looked super strong today. Scott was a monster, as usual. Dan ran 20 miles! |

10x800m with 200 jog recovery (400 jog after #4 and #8) Splits: (2:29,2:31,2:31,2:30,2:28,2:29,2:31,2:33,2:33,2:29) average 2:31 200m recovery was about 1:20, 400 about 2:30. These felt harder than had I thought they would. The 800s we did 3 weeks ago were much easier. I had lactic acid coming out my ears for 7 & 8. I think I'm still in a bit of a recovery hole but I'm happy with the workout. Scott and I ran together for the first 5 and then he constently pulled away the rest of the workout. I was very grateful to have him there to drag me through the last few, I'm not sure I could have done it on my own. 1 mile cool down. |

Met the gang in Orem for a run up Provo canyon. Easy pace on the way up. AT effort on the way down. Splits: (5:39, 5:39, 5:38, 5:40, 5:35) The goal was to get in a good sub-threshold effort. It felt smooth and easy (the downhill and tail wind probably helped a little :)). Then off to the hospital with Ashley for her workout. 6 hours of labor. She gave birth to a beautiful little girl. It was a perfect day.

| Ran the first part of the SLC marathon course with Toni and Ty. First 5.5 at easy pace. 8.5 tempo (AT effort) through the hilly section. 3.5 cooldown. My right hamstring was tight the whole time. It started to pain me a little at the end of the tempo so I cut it short to 8.5. Otherwise felt really good. Averaged 5:55 for the tempo section. It's a good thing it's taper time! |

It was raining. It was chilly (39). It was breezy. I didn't go into the race with much optimism. I'm a bit of a wimp when it comes to the cold and the wind. Wimpy and marathon are a bad combo so I was trying to stay positive. Talked with a few folks at the starting line, had a moment of silence for those injured and slain at the Boston Marathon, and started the race to "Sweet Caroline". (Salt Lake Tribune) The plan was to try and average 5:50 or so the 1st half and then see what I have left. It was lightly raining at the start but not too bad. First splits (1-5: 5:47, 5:54, 5:46, 5:46, 5:45). I was feeling OK. My stomach hurt, I could feel the oatmeal I ate that morning sitting high in my stomach. The pace felt right (must be the downhill!). I went through Sugar House conservatively (6,7: 5:56, 6:00). Here I saw Scott and Brandon who gave me a sports bottle with Gatorade in it. I'm super grateful for those two! They met me several times on the course with an easy-to-drink bottle and a towel! At this point something strange happened, at least for me. My left quad started to get very tight. Almost to the point of a strain. I backed off the pace a bit to try and encourage it to relax. It didn't. My energy levels felt great, all systems were firing but that quad threatened to end the race. It was dissapointing so early on. The next few miles were flat or uphill and I kept it conservative, then some downhill. (8-11: 6:00, 6:14, 5:50, 5:46). I opened it back up a little on the downhill and the quad held up and gradually felt better. By 12 the pain was gone. Yay! (12,13: 6:01, 6:14). Hills. Hard rain. I was getting cold, mostly my feet! The hills were over. I was 1:17 at the half, slower than I wanted but still in a good position. I'd moved into 3rd place up the hill. I opened it up a little on the downhill (14,15: 5:49, 5:47). Scott and Brandon met me again and provided a good drink. It was good to see them. At this point I had my next worry: both hamstrings started to tighten up. It was frustrating, again, because otherwise I felt great. Lots of energy, legs wanted to move but I really had to hold back to keep the hamstrings in check. These miles were mostly flat and now we were running north west, right into a steady wind. (16,17: 5:59, 6:03). Unfortunately, this time, the hamstrings didn't loosen up but got progressively worse. (18,19: 6:18, 6:11) were slightly uphill. I was still feeling good but felt like the hamstrings were on the edge. Still fighting the wind. (20-22: 6:16, 6:13, 6:04) felt OK but I couldn't go much faster and now my calf (old injury from last August) started to flare up a little. I started to feel generally crappy at this point and just tried to salvage the rest of the race (23-26: 6:25, 6:35, 6:31). All in all, I'm happy with it. I think I was in shape for better... 6 minute PR so I can't complain. I was really cold at the end but I had warm close in my drop bag. I met up with Ty, my dad, and Scott and Brandon at the end party. It was raining so it didn't last long. I went to my dad's car to thaw out then came back for the awards. The podium was fun! Bryant and Seth are class acts. There were a good 9 people to watch us get our awards! Altra wanted to interview us afterwards which was a new experience for me, I don't know if I'll ever see it. I've got a lot of work to do to get where I want to be but I'm happy with the race.

| Scott and I decided to pace the provo city half marathon. We wanted to run somewhere between 1:15 and 1:20 as a good tempo run. I was a little apprehensive about such an effort this soon after SLC and my tender hamstrings but I just told myself if they flared up I'd quit. Toni dropped us off at Vivian and we jogged up to South Fork. Chatted with a few folks and then continued up the canyon. We met up with Justin Park and finished his cool down with him. There was a lot of positive race energy at the start. I felt like we were cheating, all the fun and none of the stress! We started out about the same pace as Spencer, Melody and Kassy. Spencer dropped back after 3. Scott and I ran a steady pace, breaking the wind for Melody and Kassy. Melody dropped back a touch at 10 and Scott went back to support her. I pulled Kassy along to the finish. Splits for the half: (5:55, 5:48, 6:07, 5:52, 5:48, 5:52, 5:56, 5:52, 5:52, 5:55, 5:57, 5:52, 5:52) Hamstring was a little tight but it held up the whole way. It was fun to see so many great performances today. |

| Met Scott and Spencer at Lone Peak HS for a track workout. 3 mile warmup around the golf course. 2 laps of straight-away strides. The plan was to do some 400s, 10-15 with equal recovery. I was shooting for 70. Splits: (1:03, 1:07, 1:07, 1:08, 1:07, 1:08, 1:09, 1:09, 1:09, 1:09, 1:09, 1:04) I felt pretty good. I think there is still a little residual marathon fatigue in there but I was happy with the workout. We were obviously a little too excited as the first one was too fast. Scott and Spencer looked great. Perfect weather and temp. Couldn't ask for a better morning at the track. |

| A fast 5k seemed a good idea for some post-marathon turnover and Big Cottonwood fit the bill. Met up with Spencer and drove to the finish line, boarded the bus to the starting line. 30 people. Warm-up up the canyon for a mile or so. On the way up we passed the 10 mile mark, which was odd as they were intending to start the 5k about .25 down canyon. Got back from the warm-up and told the bored looking guy starting the race that we were in the wrong spot. He looked at me like I was an idiot. We finally convinced him to call the director who confirmed that we were in the wrong spot, so everyone hiked up to the real start line. So far, this was the most poorly organized race I've run. Once everyone arrived the starter gave an unceremonious bleep with his megaphone and we were off. Spencer was still peeing in the weeds so he had to hurry and catch up. Splits: 4:35, 4:51, 5:06, 5:04 (for the .2) At the 3 mile mark the course deviated off the trail and into a parking lot for the finish. I missed the turn off and kept going straight. After about 3.3 I realized I had to be lost. I turned around and jogged back to the finish line. I was pretty pissed but didn't have anyone to blame other than myself. Good news is, on the Garmin at least, I got my goal time (14:55). Good run nonetheless. I felt good. 4:35 was a bit of a system shock. There were 25ish STAIRS on mile 2. I need to figure out how to run a 5k without getting lost. Had a nice massage afterwards and headed out for a bit of a cool down with Spencer. |

| Track workout with Matt, Scott and Reed. I couldn't decide what to do. I was feeling too lazy to do a lot of volume. Matt was going to do a few 8s and a few 1/4s so I decided to start with him and see what happened. I ended up doing 4x800 (2:28, 2:21, 2:16, 2:24) and 3x400 (66,68,59). Inconsistent. It was fun to open it up a little on the 3rd 800 and the last 400. The last 100m of the 59 brought back some good highschool/college 800m race memories of lactic acid coming out my ears. Fun stuff. Matt was just whetting the appetite and Scott was ripping them out a mere 3 days after the Ogden half! Reed had a great session too. Super fun to be going to the track with such a great group of guys. |

| We had a good crew today. I met Matt, Scott, Brandon, Reed, Jodi, Chris and Steve at the soccer fields in Orem. 8 miles up to a little past Vivian park. (7:09AP). The plan was to do some tempo on the way down. Matt and I had talked about 5, I thought I'd just play it by ear but I wanted to get some good half marathon pace work in. I felt good from the start and just went by feel. Splits: 5:23, 5:21, 5:06, 5:05, 5:12 I went into this with basically fresh legs. A light 3 mile tempo run on Tuesday and easy miles since. General Poulsen threw the hammer down on mile 5 and blew past me. He's coming back with a vengeance. Scott, on his 3rd speed work out of the week was right there. Reed and Brandon hit some fast times as well. Big fun. Afterward I did some barefoot grass laps (1.3m) with Scott with 3x200m bursts. |

| Matt and I drove to the Provo Mall at 3:30am! to get on the bus. We warmed up 2 miles with Jake, Rob and Karl. Weather was great. I was feeling pretty good. Race started at 6am. Matt and I had talked about starting together and going out conservatively. The first 3 miles are pretty honest with a good sized hill at the end of the 3rd. 1-3 (5:29, 5:31, 5:38). After the 1st half mile I was having stomach cramps. Darn oatmeal! I think I'm up for a morning race routine change. It wasn't debilitating but quite uncomfortable. Legs felt pretty good, but not great. Justin ran 2-7 with us. It was awesome running with Matt and Justin, couldn't ask for a better group to share in the fun. Mile 4 had a big downhill but then another big uphill (5:29). Still felt the same, yucky stomach, ok legs. 5 - 7 are the fastest on the course and we sped up a little, but with a consistent effort (5:17, 5:17, 5:26). At the end of 7 I was starting to feel it. The wheels were still on the bus but I was getting worried. Matt started to pull away, I wished him luck. He looked super strong. I stayed on pace for 8 and started to fall off a little for 9 (5:24, 5:34). Things started to get ugly. I felt drained. 10 and 11 were not fun (5:37, 5:51). I nearly walked up the hill on mile 11, at least it felt like it. Justin passed me at 10 and gapped me by a good bit up the hill. At the top I felt a little rejuvenated. I let my head get to me and slowed down too much. Mile 12 (5:31). Felt way better than 10. Started catching Justin. 13 (5:37). .1 (:35). Finished about a second behind Justin. I didn't get my goal (<1:12). I did get a 90 sec PR. But on a way easier/faster course. I'm not too disappointed but I think I was in better shape. My diet and sleep the few days before the race were about as bad as I've ever had (vacation). Warmed down 5 miles with Matt and Brandon. I had a great time. Matt crushed it. 2 months off the couch. He's a machine. Reed ran well too. |

| Track workout with Scott. Warmed up 4 with Matt and Scott. Scott wanted to do 4 to 6 800s. I wasn't sure how things would go but I knew the half marathon was still in the legs so I didn't have high expectations. Ended up with: 3x800 (2:20, 2:19, 2:24) w/ 400m jogging recovery 2x400 (69, 64) The first 2 felt good. The last one felt good for 600, then it didn't. I slowed down. Scott did more and held the 2:20 pace. He's looking strong, watch out AF canyon half! 2 warm down with Scott trying to connect back up with Matt but we couldn't find him. |

Super fun race today. PR. Picked up Matt at 3:30 and drove up to Tibble Fork. We had to leave early to beat the road closures. Somehow Toni drove up at 5:30...so, maybe it was unnecessary :p 2 mile warm up with Matt on the mineral basin dirt road. We ran into Scott and Spencer post warm up. I knew Scott and Zack were going to start fast but I didn't think they'd go out like they did! Matt and I ran the first 8 together and our first mile was 5:00 and Scott, Zack and Walter were well ahead! Matt, Nate and I ran together down the canyon. Pace was low 5s and felt really solid. We even had some conversation getting to know Nate. It was so fun to run the first bit with Matt again (I don't know how long that'll last, he's making astounding progress!). Just after mile 8 Nate made a strong move and strung the 3 of us out a bit. He powered through the last 5 miles and consistently pulled away. I tired a bit by 9 but was able to hold on with a good last 2 miles. I passed Walter just after 12. He had an amazing race, considering he ran UVM last week! Scott had a great race but didn't quite crack the PR he was hoping for. Zack ran very strong. Splits: (5:00, 5:18, 5:17, 5:06, 5:06, 5:08, 5:14, 5:14, 5:29, 5:29, 5:37, 5:21, 5:27) from the Garmin, which is horribly inaccurate in the canyon. 3 mile cool down on the grass. Couldn't ask for a better day, nor a better group to share it with. The running community is truly unique and inspiring.

long run Scott picked me up at 5:30 and we met Brandon, Toni and Bryce at the soccer fields in Orem. Plan was a 10 & 10 on the Provo River Trail. We cruised up to Vivian ~ 6:50s. Water/potty break and then another 2.8 up South Fork. I didn't think I'd make 10 but Scott planned on averaging 5:30s so I decided to go with him and hang on as long as I could. First 2 were kind of sluggish but then my body kind of woke up. I felt great the rest of the time. Ran 7. Sped up a little too much at the end, crossed the threshold and called it quits at 7. Splits: 5:31, 5:28, 5:27, 5:35, 5:19, 5:14, 5:18 I ran another mile at 6:00. We grouped up at the drinking fountain and ran the remaining 2 as a group. I felt surprisingly good.

| Didn't get to Fort Madison until 2am. Slept until 8 and then headed out. My family was driving from the Hotel to Nauvoo, which as about 15 miles so I decided to run it. I found out, when I got to the bridge crossing the Mississippi that they didn't allow pedestrians. I had to hitch hike across. It was already pretty hot. The run went ok, all rolling hills. Kept it easy. I was drained and dehydrated by the end. Spent the rest of the day touring. My legs were not happy to be walking all day. (7:04) |

This race is a pretty big deal. People come from all over the country to run it. Well, 1 did. I couldn't fine a race today so I decided to hold my own 5K on the track. Conditions: 78 degrees, slight wind on the back stretch, sunny. Competition: An older woman doing 10 minute pace in lane 5. Splits: 5:11, 5:08, 5:10, :30 - 15:59 It wasn't quite race effort. Hard to push at the end on my own. I think this is my un-aided PR. Sure is easy to breathe down here!

Met a large group of masochists at the Lehi High track this morning at 5am. Scott, Matt, Reed, Karl, Zack and Toni joined in for the fun. 3 mile warm up. 1 lap of strides. 7x800m, 1x400m Splits: (2:29, 2:28, 2:28, 2:27, 2:21, 2:26, 2:20, 1:03) We took turns leading. | Ugh. Everything about this day, excepting the race part, were great. Matt and I drove to Springville at 4:20 am. Hopped the bus. Ran into Dave, Bill and Justin at the start. 1.5m warm up. I was feeling a little tight and my stomach was slightly unsettled but I still thought I could run well. The first 5 went well enough. Rolling hills, mostly down. Averaged 5:20s. I could tell after the 2nd mile that it was not going to end well. The wheels started to come off around 7. Legs were dead, stomach was raging. I took a 50 sec potty break at 8. Couldn't get back on pace. Mentally threw in the towel and cruised in at 6:00-ish. By the time I saw Spencer I was really hoping he had my roller skates ready but he didn't come through for me. I'm not sure what happened. My legs feel like I ran a marathon. |

I always love this race. Stacked field, great weather, fast course. This year didn't disappoint. I caravanned up with Matt and his family. We got to the starting line at 5. Warmed up for 2.5 miles. I was feeling OK, but not great. I could tell my stomach was still upset but the legs felt good. It was humbling to line up with so many talented runners. I knew the race was going to get off crazy fast and my plan was to hold back quite a bit. I decided to not where a watch and just run by feel, so I don't have any splits. I stayed about 5 seconds behind Matt for the first 3 and then he slowly pulled away the rest of the race. The last 3 my stomach really flared up. Legs felt pretty good but I couldn't push through the stomach pain. I wish I would have worn my watch, knowing how slow I was going that last mile would have provided some needed motivation as there wasn't anyone around me. I was hoping for 31ish but it wasn't happening. I'm happy with the effort. It was great to see so many outstanding performances. Cooled down with Matt, Brandon, Fritz, Kevin and Colin.

Decided to hop in this 5k with Spencer. I was going into it tired so I knew it wouldn't be spectacular. Met up with Scott and Spencer for a warm up and ran the course. Scott was still in recovery and said he was going to take it easy. Gun went off and Spencer jumped quickly into the lead! A high schooler named Tyler A(something something) took it out at an honest pace. The first 1/4 mile is uphill (1.5% grade). The next 1.4 are about the same grade down. Mile split was 5:04. The pace was about what I was looking for so I was content to let Tyler lead. The second mile he lagged a little and I passed him. He surged ahead and retook the lead. We did that 3 times during the second mile. By the end of the second mile I was starting to feel it. Split was 5:10. With 3/4 mile to go we turned north and headed back up towards the start line. It was about 2% grade. I was tired enough at the point I gave up the idea of a good time and decided to try and hold on for the win. The pace slowed quite a bit but I just stuck on Tyler's shoulder and let him pull me up the hill. With about 1/4 to go I was trying to decide if it was time to make my move when I heard foot steps. Someone was about to pass, not surprising as we had slowed to > 5:30 pace. To my surprise it was Scott! That was enough to convince me it was time to go. I hit it hard and passed Tyler and Scott and sprinted through to the finish. Garmin put my last 0.25 at ~62. Last 1.1 was 5:56. It was a fun one. Cooled down a couple miles with Spencer and sent him off to Jeremy's Ranch for another 16+ miles, crazy nutter! Scott and I did another 7 on the murdock trail before calling it a day. I can officially beat Scott in a 5k, given the following circumstances:
- He's not trying to race
- He was recently completely depleted of all glycogen stores in all muscles
- He's not registered and has no incentive to kick at the end

| Met a big group at the Orem soccer fields. 10 easy up provo river trail. We timed it such that we were going to start heading down about the time the provo river trial half marathon folks would be coming by. Ended up doing 8 @ MP ish. Matt and I started out chasing the lead guy but his pace proved a little fast and we let him pull away. Sasha caught us and I paced him for 4 or so, then he faded. Splits: (5:22, 5:25, 5:20, 5:37, 5:21, 5:27, 5:29, 5:22). Sasha kept telling me to slow down, and I obliged a bit on mile 4. I felt really good. Achilles was there but not painful. Caught up to Matt on 5 and ran with him through 8. I ran an extra mile on the grass at the end so I could hit 90 :) A few of us went to Magelby's Fresh for french toast afterwards. |

| Carpooled with Matt and Ty. 2 mile warm up. Lots of great people at the starting line. It was a great atmosphere. I was feeling so-so. Stomach was a little upset and the legs felt off. My plan was to just run how I felt and not cross the red line too early. Zac took it out fast and Jacob went with him. Matt hung back a bit, but not by much. Karl, Daniel and I made up the chase pack, although we lost sight of the lead pack pretty quickly. I averaged 5:15s or so through 7. Felt ok but not great, just on the edge. Karl made a move here and Daniel went with him. I didn't go with them fearing I'd blow up too early, based on the rest of the race, I think I was right to hang back. The next few miles were around 5:30 as we went through the rollers. I was still keeping it generally together but I could tell the last 5k was going to be rough. The last 3 miles were 5:30, 5:20, 5:37. I was feeling it that last mile and didn't have anyone around me so I just cruised in. 5 mile cooldown with a huge group. I enjoyed that cooldown more than the race! Matt ran an astounding race. Brandon, Reed and Ty all PR'd. It was a fun day with some great people. |

| Met up with Zak and Karl at Karl's house for a long run. We ran 11 miles up Provo Canyon, ending up about 1 mile up south fork road. We ran a bit quicker than I'm used to for the "easy" portion. I was feeling it by the time we got to the top. 6:55 pace. The plan was, supposedly, 8-10 at 5:30 pace. I was feeling pretty beat given all the miles and had no idea how it would go. I made it 8: (5:24, 5:32, 5:25, 5:18, 5:20, 5:24, 5:26, 5:43). 5:27 avg. The 3 of us ran together the first 7. It felt really good. Zak dropped off at 7 with a calf issue. Karl and I continued through 8. The last mile was all uphill and I kept the effort the same. I'm happy with the workout. It's my biggest mileage week yet. |

This felt a little harder than last time but the effort was even. On the last one I ran with Matt for the first 800m and then intentionally backed off and cruised the last half. I definitely had one more in me so hopefully didn't overdo it.

| Long run up provo canyon, solo. It didn't go very well. I wanted to do 8-10 at MP but only managed 4. I could tell on the way up that it wasn't going to go very well. Maybe fasting on Sunday contributed...who knows. Achilles is still sore, my right ankle was painful and my IT band hurt. It was a pretty discouraging run. 6:30 avg for the run.

All the cool guys went to St. George lat night for a tempo run on the course. I couldn't go so I did my own.
I tried to simulate the middle part of the course as much as I could not being on the course, up AF canyon. I had the same amount of elevation gain for the uphills (veyo and dameron) and a similar amount down, but not quite. The uphills were shorter and steeper.
I drove up 4 miles above the fork and jogged down for a warm up.
I started the tempo running right back up the right fork .8m (veyo, 300ft up). Then back down about 1.7m. Then back up to the fork and the up the left fork .4m (dameron, 150 ft up). Then down the canyon to home.
Splits: (6:59, 5:34, 5:57, 6:09, 5:36, 5:27, 5:21, 5:17, 5:21, 5:25, 5:28, 5:35, 5:30, 5:36, 5:33, 5:18, 1:33 [for .3])
The first 4 were up and down the hills. I probably dogged it a little too much but I wanted to have enough in the tank to finish the whole workout.
5-9 were down the steep part of the canyon.
10-12 were on the gradual down hill of Timpanogos highway. I almost got hit by a car in the Alpine Highway intersection. It through off the rythm and it took a good 1/2m to get it back, thankfully, it came.
13-16 were more gradual down (40 ft/mile or so) through Highland/Lehi neighborhoods to the lower Lehi paved trail. The last .3 was on the trail.
I took gu at the start, 7 and 13. I felt like I was running with a full stomach the whole time, but not uncomfortably so.
1.5m cooldown to my house.
5:30 pace felt rythmic on the gradual miles. This was a big confidence builder for me. With a bit of a taper, and a lot of luck, I just may be able to do it for 26.2 miles.

Ran our standard 10 up (although the pace was less than standard, 7:05). 8 temp down, splits: 4:56, 5:07, 5:11, 5:33, 5:17, 5:21, 5:19, 5:21. 5:15 avg. Felt really good, although that first mile was a shock. Thanks Fritz!. 2 back to the car and the a couple miles in grass loops. Ran the tempo portion with Scott. Our watches were wildly out of sync, never can tell with the Garmin in a canyon but it should be pretty close. It was a lot of fun running with such talented guys.

Felt great. Matt, Scott and I each led one. I led the last one, dogged it the 2nd lap and had to make up for it on 3 and 4 :p. Scott convinced us to do one more at MP. Felt good. Very even, easy breathing, could still feel the legs. Reed ran the last one with is with the threat of physical violence if he let us pass him.

| I finally started to feel fully rested on Friday morning. I wasn't feeling nervous, I knew I'd put in the work. Reading Paul's 2007 St. George report stoked the flames. I was ready!
I woke up at 4:15, ate my oatmeal and yogurt and road the shuttle to the bus. I hopped a bus around 4:50 and road up next to a neighbor (Rus Southwick). The starting line was chilly and windy. I walked over to the porta-potties and took care of business. I met up with Brandon, Matt, Zak and Fritz. Despite the discomfort at the start everyone knew we couldn't have asked for more ideal conditions for the race.
I decided sometime earlier in the week to start out with Scott, so I stuck to that. We lined up next to an amazing line of talented runners. It was humbling.
We took it out pretty easy, more so than planned. Everyone did. Scott and I made up the chase pack, running behind Matt, John, Iain and Zak for the first 7 miles. After a few 5:teen miles coming into Veyo I decided to let Scott go up Veyo. I ran an even effort up Veyo but without Scott to pull me along I backed it off more than I thought through Dameron. My left quad tightened up a little after Veyo but otherwise I felt strong.
Splits for the first half:

Logan and Dave caught me around 12 and I picked it up a tad to run with them. We went down Snows at a fairly conservative clip (around 5:25). I was feeling good and starting to get ansy.
We came to the hill after 18 at about the same pace. We slowed a little on the way up and the hill didn't phase me a bit. That was all the green-light I needed. At the crest I started a push. I was feeling strong. The next few miles blinked by. At 23 I caught up to Matt. This was my least favorite part of the race. He was hurting. I pushed on. I started to tire at 25 but was able to hold pace through the end.

The finish line and awards ceremony were a party. St. George is kind enough to do the top ten thing, which I barely squeezed into. It made me feel like one of the fast guys.
The past year has been a wild ride. I could never have done it without the 5am crew. Countless mornings pounding out the miles with those guys dragging me along. I'm very grateful.
Many others had outstanding performances today. It was so fun to watch everyone come through after all the hard work. I'm looking forward to what the future brings, enjoying every step of the way.

| MOUNTAIN RUN
Brandon, Reed and I met at the Orem soccer park intent on tagging Baldy.
We headed up the water tower hill to the Bonnaville Shorline Trail. From there we headed north across the foot hills to Battle Creek Canyon. Then up the steep trail to the saddle between Baldy and Timp. It was chilly but gorgeous. I was beat and ready to take a nap at this point. But no, we had to summit! So up we went, through the snow, up to the top. The view as awesome!
Then we went down to the saddle, met up with the great wester trail that took us across dry canyon to the trails above provo canyon. These eventually met up with the fire road which took us back to the cars.
It was a great day but I was beat. I don't have a lot of confidence on the downhill rocky trails so I was putting the breaks on the whole way down. Brandon, on the other hand, flew down the trails with reckless abandon.

| Solo effort today. It was a windy, rainy/snowy, a chilly 33º day. Ashley had a meeting in the morning so I didn't get out until 11am. I was debating between Suncrest and a tempo 5k. Decided on the 5k. 3 up, 5 down. A few strides. The course is aided (about 20 ft per mile) with a big down hill the last 1/3 mile or so.
Splits: 4:58, 5:10, 4:57, :27 - 15:32 (5:00 avg).
The 2nd mile was into a brisk head wind which slowed me way down; I hate wind. Otherwise felt great.

| Tried to meet the crew at 7am in Orem for a run but the wind was blowing 30 mph so we all headed back to Lehi for a run around Alpine with Matt, Scott, Reed, Chris, Zak and Brandon.
9 miles around Lehi and Alpine. 3m tempo (5:14, 5:00, 5:00) on Timpanogos highway. 3m cooldown. Weather behaved very well for the tempo run which was nice.
Surprised my wife with everybody over for breakfast. She wasn't super excited at first :p. Sourdough waffles go down well after a long run!

| This is an old family favorite. I haven't run it in 9 years. I had to go a little early to help the Harpers set up. Met up with Matt, Zak, Brandon, Reed, and Karl for a 3 mile warm up on the course.
Weather was really nice, 35 degrees or so and a slight breeze. It was great to line up with Danny Moody once again. He used to thoroughly whip me in our college cross country races. I forgot my watch today, I felt naked and blind. Probably good to run without it for once.
Derick took the race out pretty fast, <4:50 pace. I eased into it. Zak pulled me along to the lead goup (8 guys or so) by the end of the first mile. It strung out a bit through mile 2. I took the lead coming into the 3rd mile and held it for 1/4 mile or so. Michael passed me right as we turned into the wind. I was content to sit on his heels and let him break the wind. I think he realized he was working harder than I was and backed off and we ran together through mile 3. I was feeling really strong at this point, I think our 3rd mile was significantly slower than the first 2 so I decided to hammer the last one. I've no idea what the split was, probably something south of 5.
I was really pleased with this one. Felt solid the whole time. Zak came in 3rd, trailed by Matt in 4th. We took home pies and turkeys. Fun times.

I've always wanted to try this ladder on the treadmill. It's a Scott Keate and Justin Park special.
1 min @ 12mph, 1 min @ 10 mph, 2, 2, 3, 3... up to 5 and then back down. I didn't quite make it. I had to slow the "rest" to 8 mph for about a minute on the way back down before getting it back to 10 mph. This was really tough! Hat's off to Scott and Justin for having completed the whole thing.
Ended up with 5 miles at 5:00 and ~4 at ~6:00.

| Matt dragged me back to the Oval. We nearly had the track to ourselves, although during the first interval an old guy was concerned for his safety when he saw that we were running the wrong direction. Apparently they switch directions every other day. Doing mile repeats on a 442 meter track without markings is too hard a math problem for my brain at 5am, so going the "right" direction was our only option.
4 up, 3 down.
3x1600m (5:01,5:01,4:55) with 1 lap jog in between.
Felt way better than Friday. Mostly because of the company, thanks Matt!

6 miles on murdock trail, hilly portion, with ice everywhere. It was a minor disaster. Pace was wildley eratic. Effort was ok though. Splits: 5:56, 5:38, 5:38, 5:48, 6:08, 5:28
Not thrilled with the workout but given the conditions it was all we could manage.

| Easy miles on the murdock trail with Copper. The trail was completely iced over. Much of the time it was covered with a crunchy frozen rain which had surprisingly good traction. Some was fluffy powder over black ice. It was entertaining to watch the dog slipping all overhimself. Very pleasant, peaceful morning.

| Snowy, slippery, warm run with Matt, Zak, and Reed on the Jordan river trail. Most of the time we had a nice cushion to run on but every once and a while we would hit a stretch of black ice. Unfortunately Matt hit a bug one at the bottom of a hill, feet went straight up in the air and he landed hard on his back and head. Of course, after a quick breather and a few unsteady steps Matt insisted we finish the run. Other than that it was quite pleasant. |

| Treadmill workout at the legacy center with Matt. We had planned on going to the Oval today but they were closed until noon so we switched last minute to the gym. 4 up, 2 down. 8 x 1k @ 12.4 mph (4:49) with 2 minutes jogging recovery, no incline. I felt surprisingly good. Pace felt about the same as the mile repeats at the track last week. Grateful to have Matt there to suffer along side me. He looked great. Amazing how much company can help, even when side by side on the treadmills. |

| Met Matt, Riley and Zak in Orem for an out and back (north) on the Murdock. Riley wanted to do one of his Aerobic builders. I wasn't recovered enough from Tuesday but peer pressure pulled me into it. I ran 2 miles with Riley, one trailing, and called it good (bad?) enough. (5:16, 5:17, 5:25).

Felt pretty good today. The first mile we ran through a 200m icy/crunchy snow span which slowed us down a bit. The 1st mile of the second interval included the murdock dip. Going up the hill at the end of that mile beat me up pretty good; it took a good 1/2 mile to recover and get back to pace. Good times.
